What actually increases your deadlift?
Your deadlift goes up when you pull heavy loads with a consistent technique, add weight or reps over time, and build the muscles that move the bar. The real drivers are a repeatable setup and bar path, progressive overload on the pull itself, a strong posterior chain and back, and a hard brace that lets you push the floor away.
Start with technique, because it is free strength. Set the bar over your mid-foot, hips high enough to load the hamstrings but low enough to keep your shoulders slightly ahead of the bar, then pull the slack out and engage your lats before anything moves. A consistent conventional deadlift setup keeps the bar traveling in a straight vertical line close to your body — the shortest, strongest path. Then comes the boring truth: you have to lift progressively more over time. Progressive overload — adding load, reps or quality sets across weeks — is the engine behind every strength gain, and the ACSM's position stand on resistance-training progression makes the same point: novices and advanced lifters alike need a planned, gradual increase in demand to keep adapting. [4] No amount of clever accessory work replaces the bar getting heavier.
Finally, the deadlift is a whole-body pull, but it runs on the posterior chain: hamstrings, glutes, spinal erectors and lats. Building those with Romanian deadlifts, rows and good mornings gives you more muscle to produce force, and more muscle is a real predictor of strength. Brace hard — a big breath into the belly, ribs down, braced against your belt if you wear one — so that force transfers to the bar instead of leaking through a soft trunk.

How often and how much should you deadlift?
Most lifters get stronger on one to two hard deadlift sessions a week. The deadlift is systemically fatiguing and recovers slower than the squat or bench, so you rarely need to pull heavy from the floor more than twice weekly — one heavy day plus one lighter variation or volume day covers most people.
Frequency and volume are the two knobs. Frequency is how often you pull; volume is how many hard sets you do. Schoenfeld's frequency meta-analysis found that, when weekly volume is equated, spreading work across more sessions produces at least as much muscle as cramming it into one — training a muscle twice a week edged out once (effect size 0.49 vs 0.30). [2] For the deadlift specifically, that usually means splitting your pulling across a heavy day and a lighter day rather than one brutal session you spend the week recovering from.
Volume drives the muscle side of the equation. The dose-response meta-analysis from Schoenfeld, Ogborn and Krieger found more weekly sets produced more growth — roughly a graded relationship up the range they studied. [1] The catch with deadlifts is that heavy pulls from the floor cost a lot of recovery per set, so you bank most of your volume through variations — RDLs, rows, deficit and paused pulls — that train the same muscles at a lower systemic price. In practice, one to two heavy top-end deadlift sessions plus posterior-chain volume across the week is the pattern most strong lifters converge on.
How do you program the deadlift?
Program the deadlift around heavy singles or triples for skill and neural drive, then build the underlying muscle with moderate-rep volume from RDLs, rows and back-off sets. Wave the intensity up over a three-to-four-week block and finish with a deload so the strength you built shows up on the bar.
The two-day template below is a reliable base: one day is your heavy pull, the other feeds volume and hits your weak point. Adjust the numbers to your schedule and recovery — beginners often thrive on a single quality heavy session plus RDLs.

Waving the intensity over a block

Over months, cycle these blocks and rotate the variation you emphasise — this is periodization in practice. Keep the heavy pulls in the 1-5 rep range where strength is built most directly, and keep the volume work in the 6-10 range where muscle is built. A 2021 review of the repetition continuum confirms that lower-rep, higher-load work is most effective for maximal strength, which is exactly what a deadlift PR is. How do you diagnose and fix your sticking point?
Your sticking point is where the bar slows or stops on a hard pull, and it tells you which link is weak. A slow break off the floor points to legs, lats and position; a stall in the mid-range points to the upper back and bar speed; a failed lockout points to the glutes and hips. Train the weak link directly.
Watch a side-on video of a near-maximal pull and mark where the bar decelerates. Then match it to the table below and pick one or two accessories to attack it. Do not try to fix all three zones at once — bias your block toward the one that actually limits you.

One caution: what looks like weakness is sometimes just a technique fault. A bar that drifts forward off the floor can mimic weak legs when the real issue is a start position with hips too high. Fix the setup first, then load the weak point — the form guide shows the positions to check.
Which accessory lifts build a bigger pull?
The best deadlift accessories overload a specific portion of the pull or add posterior-chain muscle: deficit and paused deadlifts for the floor, block and rack pulls for the lockout, and RDLs, good mornings and heavy rows for the muscle behind all of it. Pick two or three that target your weak point and progress them like the main lift.

Treat accessories as training, not filler. The bent-over barbell row builds the upper-back thickness that keeps you from rounding mid-pull; the Romanian deadlift is the single best hamstring-and-glute builder for hinge strength. Progress them week to week the same way you progress the deadlift — a rep or a little load at a time — and the transfer follows.
How should you handle grip on a heavy deadlift?
Start with a double-overhand grip while it holds, then switch to a hook grip or a mixed (over-under) grip once the bar starts slipping on heavy sets. Use lifting straps on volume and accessory work so your grip never caps how hard your back and legs get trained.
Grip should not be the reason your deadlift stalls, but for many lifters it is the first thing to fail. Double-overhand is the default because it keeps your shoulders even, but past roughly 80-90% of your max the bar tends to roll out. A mixed grip fixes that instantly by opposing the roll; a hook grip — thumb pinned under the fingers — is more secure and symmetrical but takes weeks to tolerate. Use one of those on your top sets.
For everything else — back-off sets, RDLs, rows — straps are a smart tool, not cheating. They let you load the target muscles fully without grip becoming the bottleneck. The one exception: if you compete raw, keep enough strapless volume in your week that your grip stays competition-ready. Train grip like any other weak point if it is genuinely limiting you.
Sumo or conventional: which should you pull?
Both styles build a big deadlift, so choose the one that fits your leverages and lets you brace hardest. Conventional demands more from the lower back over a longer range; sumo shortens the bar path and shares more load with the hips and quads. Longer-limbed lifters often favour sumo, but individual response varies — try both.
Escamilla's biomechanics work put real numbers on the difference. His three-dimensional analysis found sumo reduces the vertical bar distance and places the trunk more upright, easing the demand on the lower back, while conventional covers more range at the hips and back. [5] His EMG study added the muscle side: sumo produced greater activation in some quadriceps and hip muscles, and conventional tended to load the erectors and gastrocnemius more. [6] Neither is universally "better" — they distribute the same job differently.

How do you break a deadlift plateau?
To break a deadlift plateau, first take a deload week to clear fatigue, then change one variable — usually the variation you emphasise or the rep scheme — rather than overhauling everything. Most stalls are fatigue masking fitness or a weak point you have stopped training, not a need for a brand-new program.
- Deload first. Drop volume and intensity for a week. Fatigue hides real strength, and lifters routinely hit a PR two weeks after backing off, not after grinding harder.
- Rotate the variation. If you have pulled conventional from the floor for months, switch your heavy emphasis to a deficit or paused deadlift for a block, then re-test the competition lift.
- Attack the sticking point. Re-film a heavy pull, find where it dies, and bias a block toward that zone using the fixes above.
- Check volume and recovery. Too little back-off volume starves growth; too much heavy pulling starves recovery. Adjust the dial that is out of range.
After a deload and one change, give it three to four weeks before you judge it. Program-hopping every fortnight is itself a leading cause of stalled numbers — the fix is usually patience plus a targeted tweak, not novelty.
What are the most common deadlift-stalling mistakes?
The mistakes that flatten a deadlift are almost always the same handful: maxing out too often, never training the weak point, running all singles with no volume, rounding under fatigue, letting grip fail first, skipping deloads, and neglecting the squat and posterior-chain base.
- Maxing out too often. — Grinding a heavy single every week burns your nervous system and joints without building work capacity. Reserve true maxes for tests; live in the RPE 7-8 range most weeks.
- Only ever pulling conventional off the floor. — If you never train your specific weak point with deficits, paused pulls or rack pulls, that link stays weak and caps everything above it.
- All singles, no back-off volume. — Heavy singles teach skill but supply little growth stimulus. You need moderate-rep volume — RDLs, rows, back-off triples — to build the muscle that moves the bar.
- Letting the back round to save a rep. — Chasing PRs with a rounding spine trains a bad pattern and courts injury. Stop the set when your brace fails, not when the bar stops.
- Grip failing before the back. — If the bar rolls out of your hands, train a hook or mixed grip on heavy singles and use straps on your volume work so the target muscles get loaded.
- Never deloading. — Fatigue masks fitness. A lighter week every 4-8 weeks lets the strength you built actually show up on the bar.
- Ignoring the squat and posterior-chain base. — A bigger deadlift sits on stronger legs, glutes and back. Neglect the squat and your supporting structure becomes the ceiling.
None of these are exotic. A bigger deadlift rewards months of clean, progressively heavier pulling backed by real posterior-chain volume — not a magic cue. Keep the numbers climbing, respect recovery, and the bar follows.
