What is Dip?

The dip is a compound bodyweight pushing exercise in which you support yourself on parallel bars, lower your body by bending the elbows until the shoulders drop just below the elbows, then press back up. It trains the chest, triceps, and front deltoids together.

What is Dip?

The dip is one of the foundational bodyweight pushing movements, sitting alongside the push-up as a way to train the chest, triceps, and shoulders without a barbell. You grip two parallel bars, lock your arms to hold your bodyweight above them, then lower yourself by bending at the elbows and shoulders until your upper arms reach roughly parallel to the floor before pressing back to a locked-out top. Because you move your whole body through space rather than a external weight, the dip is a closed-chain exercise, and that is part of why it carries over so well to real pressing strength. What makes the dip unusual among calisthenics staples is how easily it shifts emphasis. A small change in torso angle turns the same movement from a chest builder into a triceps builder: lean the torso forward with the elbows flared and the lower fibers of the pectoralis major take the load, sit tall and vertical with the elbows tucked and the triceps become the star. This is why lifters call the forward-lean version a chest dip and the upright version a triceps dip, even though the setup looks nearly identical. The dip is also one of the few upper-body pushes that is genuinely hard from day one. Many beginners cannot complete a single clean bodyweight rep, which is why assisted and bench variations exist as on-ramps, and once you can do 12 to 15 clean reps you load the movement with a dip belt and keep progressing for years. That long runway, from a person's first assisted rep to a lifter dipping with 40 or more kilograms strapped to their waist, is why the dip earns a permanent place in serious push training.

How it works

Mechanically, the dip is shoulder and elbow flexion under bodyweight on the way down, followed by shoulder and elbow extension against that same load on the way up, with the shoulder blades and core working to keep the torso stable over the bars. As you descend, the elbows bend and the shoulders extend so the upper arms travel behind the line of the torso; the pectoralis major and anterior deltoid lengthen under tension at the bottom, which is the stretched, most demanding position of the lift. To press back up, the triceps brachii extend the elbow while the pectoralis major and anterior deltoid drive shoulder flexion and adduction, bringing you back to a locked-out support. How the load splits between chest and triceps is set by geometry. Leaning the torso forward moves the shoulder farther behind the body and increases the horizontal distance the chest must overcome, so the sternal (lower) fibers of the pectoralis major do more work; staying vertical keeps the movement closer to a straight elbow extension, so the triceps dominate. Grip width matters too: wider bars and flared elbows bias the chest, while narrower bars and tucked elbows bias the triceps. Throughout the movement the scapular muscles, including the lower trapezius, rhomboids, and serratus anterior, work to keep the shoulder blades stable rather than shrugging up around the ears, and the rotator cuff holds the humeral head centered in a position that is already near the end of the shoulder's comfortable range. That last point is the safety crux of the dip: the bottom position places the shoulder in deep extension and internal rotation, so descending far past parallel sharply raises the stress on the front of the shoulder joint for little extra muscle benefit. Depth should be governed by where you can keep the shoulders down and stable, usually upper arms to about parallel, not by how low you can force yourself to sink.

How to apply it

  • Set your depth at parallel: Lower until your upper arms reach about parallel to the floor and your shoulders sit just below your elbows. This captures nearly all the muscle-building stretch while keeping the shoulder out of the deep, internally rotated range where injury risk climbs fast.
  • Lean forward for chest, stay tall for triceps: Tip the torso forward roughly 30 degrees with the elbows flaring out to bias the lower pectoralis major. Keep the torso vertical with the elbows tucked close to bias the triceps brachii. The same bars train either muscle depending on this angle.
  • Keep the shoulders packed down: Pull the shoulder blades down and slightly back before every rep and hold that position throughout. Letting the shoulders shrug up toward the ears at the bottom is the most common fault and the main driver of front-of-shoulder pain in dips.
  • Control the eccentric, no swinging: Lower under control over one to two seconds rather than dropping into the bottom, and keep the legs quiet instead of kipping or swinging. Momentum robs the working muscles of tension and slings extra force into the shoulder at the stretched position.
  • Add load once bodyweight is easy: When you can complete 12 to 15 clean bodyweight reps, strap a dip belt with a plate or hold a dumbbell between your feet. Weighted dips are one of the most effective mass builders for the chest and triceps, progressing for years.
  • Regress with a band or bench: If you cannot yet do a full rep, use an assisted-dip machine, loop a resistance band under your knees on the bars, or start with bench dips. Build to a strict bodyweight parallel-bar dip before chasing added load.

Types

Chest dip

Torso leans forward, elbows flare, and grip is wider. Biases the lower fibers of the pectoralis major. The go-to dip for building the chest.

Triceps dip

Torso stays vertical, elbows tuck close to the ribs. Turns the movement into a near-vertical elbow extension that hammers the triceps brachii.

Bench dip

Hands on a bench behind you, feet on the floor or a second bench. A beginner-friendly triceps regression, but the behind-the-body arm position stresses the shoulder, so keep depth shallow.

Ring dip

Performed on gymnastic rings instead of fixed bars. The unstable rings force the stabilizers and rotator cuff to work far harder, making it a much more advanced progression.

Worked example

A realistic progression that takes someone from zero strict dips to loaded parallel-bar dips over several weeks. Each stage is owned for clean reps and stable shoulders before moving on, and depth stays at about parallel the whole way.

Most people spend one to three weeks per stage. The non-negotiable across all four is stopping at about parallel with the shoulders held down, since forcing extra depth is where the shoulder complaints start.

Both are compound bodyweight pushes hitting the same muscles, but the dip loads you with full bodyweight and adds weight easily, while the push-up is more accessible and shoulder-friendly. Many programs use the push-up as the entry point and the dip as the heavier progression.

  • Strength: Train weighted dips in the 3 to 6 rep range with a dip belt, resting two to three minutes between sets. Keep a slight forward lean and treat the dip as a primary press. Stop each set a rep or two before form breaks rather than grinding to failure.
  • Hypertrophy: Use 8 to 15 reps and emphasize a full, controlled stretch to about parallel. Lean forward for chest-focused sets or stay upright for triceps-focused sets, and take most sets close to but short of failure to accumulate tension without wrecking the shoulders.
  • Beginners and rehab: Start with bench dips or band-assisted dips kept shallow, and prioritize packing the shoulders down over squeezing out reps. Build to a single strict bodyweight parallel-bar dip before adding range or load. Anyone with existing shoulder pain should clear dipping with a clinician.

Common misconceptions

  • "Dips are only a triceps exercise." The dip trains the chest as heavily as the triceps. Leaning the torso forward with flared elbows shifts most of the load onto the lower fibers of the pectoralis major, which is why the forward-lean version is called a chest dip. Torso angle, not the exercise itself, decides the emphasis.
  • "Deeper is always better." Descending far past parallel puts the shoulder into deep extension and internal rotation, sharply raising joint stress for little extra muscle stimulus. Lowering until the upper arms reach about parallel captures nearly all the benefit. Depth should be limited by stable, pain-free shoulders, not by how low you can sink.
  • "You should master bench dips before bar dips." Bench dips place the arms behind the body in an internally rotated position that many find harder on the shoulder than a parallel-bar dip. They are a useful triceps regression but not a required first step. Band-assisted bar dips are often a safer, more direct on-ramp to full dips.
  • "Bodyweight dips stop building muscle once they feel easy." The dip is one of the most loadable bodyweight lifts.
