Fasted cardio is any aerobic exercise done after an overnight fast — usually 8–12 hours without food — when insulin is low and stored carbohydrate is somewhat depleted. In practice it means low-to-moderate steady-state cardio, like a morning walk or easy jog, before your first meal. Water, black coffee and plain tea keep you fasted; anything with calories does not.
The rationale sounds airtight. With food digested and insulin low, your body leans more on stored fat for fuel. That is real — it is the fat-oxidation part. The leap people make is assuming "burning more fat right now" equals "losing more fat overall." Those are different questions, and the second one is the one that changes your waistline. Does fasted cardio burn more fat? The claim vs the reality
Fasted cardio does raise fat oxidation during the session — a 2016 meta-analysis confirmed you burn more fat and less carbohydrate while training fasted. But that has not translated into more fat loss over time: a controlled four-week trial found no difference in fat loss or body composition between fasted and fed groups on matched diets. [1] [2]

Schoenfeld and colleagues tested the outcome that actually matters. They put women on a matched hypocaloric diet and had one group do steady-state cardio fasted and the other fed, three days a week for four weeks. Both groups lost fat and weight. Does fasted cardio hurt performance?

Will fasted cardio burn muscle?

Where fasted cardio can bite is the extreme version: long, daily, high-intensity fasted sessions on chronically low protein while in a steep deficit. That combination does put muscle at risk. When is fasted cardio a good fit?
Fasted cardio is a great fit when it makes training easier to do — for morning people who would rather not eat before moving, for anyone whose stomach rebels at pre-workout food, and for easy low-intensity sessions where fuel demand is low. The benefit is adherence and comfort, not a metabolic edge.
Plenty of people simply prefer to roll out of bed and walk before breakfast. It is efficient, it gets steps in early, and an empty stomach feels better for light work than a sloshing one. For some, morning movement also takes the edge off appetite for a few hours, which can make holding the day's deficit easier. None of that shows up in a body-composition study, but all of it shows up in whether you actually train.

The honest framing: fasted cardio is a scheduling and comfort tool, not a fat-burning hack. If doing it fasted means you do it at all, that consistency is worth more than any fuel-partitioning theory. If it leaves you flat and you skip sessions, eat something and train fed. Who should skip fasted cardio?
Skip fasted cardio if you have diabetes or a history of low blood sugar, if you get lightheaded or shaky training on empty, or if the session is long and intense enough that fuel genuinely matters. In those cases, eating something first is safer and more productive.
- Diabetes or hypoglycemia history. Training fasted can push blood sugar too low. Talk to your doctor and, in most cases, eat before cardio.
- You feel dizzy, shaky, or nauseous fasted. That is your body asking for fuel. Forcing it through does not build discipline, it just makes training miserable and worse.
- Long or high-intensity sessions. Runs beyond an hour and hard intervals both suffer without carbohydrate on board, so output and calories burned drop. [3]
