How fast should you lose weight?
Most people should lose about 0.5-1% of their bodyweight per week, which works out to roughly 0.5-1 kg (1-2 lb). This is the rate that public-health bodies recommend and that the research links to keeping muscle while you drop fat. The NHS, Harvard's Nutrition Source and Australia's Better Health Channel all land on the same 0.5-1 kg (1-2 lb) per week window for safe, sustainable loss. [5] [6] [7]
Notice that the smart target is a percentage of bodyweight, not a fixed number of kilos. Losing 1 kg a week is reasonable for a 100 kg person - that is 1% of their bodyweight - but the same 1 kg is nearly 1.7% for a 60 kg person, which is too aggressive and usually costs muscle. Scale the rate to your size, and the target takes care of itself.
Under the hood, weight loss is a calorie deficit: you eat less energy than you burn, and your body makes up the gap from stored fuel. The size of that deficit sets your rate. Why isn't faster better?
Faster weight loss is not proportionally more fat loss. Past about 1% of bodyweight per week, the extra speed mostly comes from muscle, water and worse training - not more fat - and it is much harder to sustain, so people rebound. The evidence on this is unusually clean.
Garthe and colleagues split elite athletes into a slow-loss group (about 0.7% of bodyweight per week) and a fast-loss group (about 1.4% per week), matched for total weight lost. The slow group gained lean body mass and improved strength and power; the fast group lost the weight faster but did not add lean mass and saw no performance gains. [1] Same weight down, very different body composition - and the difference was the rate.
The rapid-versus-slow literature points the same way. In controlled comparisons, faster diets often shed a larger share of weight as fat-free mass and are tied to sharper drops in resting metabolism, while slower loss tends to protect lean tissue. Then there is the plain adherence problem. A 1,000 kcal deficit leaves you hungry, tired and short-tempered. Most people cannot hold that for the months a real fat-loss phase takes, so they blow up, binge, and give the loss back. A slower rate you can actually live with beats a fast one you quit. When is a faster rate acceptable?
A faster rate can be fine if you carry higher body fat, are early in a diet, or are losing weight under medical supervision. With more fat to draw from, your body can pull a larger deficit from fat stores rather than muscle, so the muscle-loss penalty is smaller.
Someone starting at 30% body fat has plenty of fat to fuel a bigger deficit, and can often lose toward 1% of bodyweight a week - occasionally faster on a medically supervised program - without much muscle cost, especially in the first few weeks. As they lean out, that changes: the leaner you get, the more your body protects fat and the more readily it taps muscle, so the rate should come down.
Medical supervision is the other case. Very-low-calorie diets and programs run for clinical reasons - before surgery, or to manage a condition - can push faster than 1% per week, but they involve monitoring, high protein, and often meal replacements to protect lean mass. That is a doctor-led setting, not a DIY crash diet. For everyone else, "I have a lot to lose" is a reason to start near the top of the normal range, not to abandon it.
What rate should you use for your body-fat level?
The leaner you are, the slower you should lose. People with higher body fat can safely aim for 0.75-1% of bodyweight per week; lean and very lean people should drop to 0.5% or less to protect the muscle they have worked to build. Use the table below to place yourself, then set your target rate.

These are starting points, not laws. Age, sleep, stress and how much muscle you carry all shift how well you tolerate a deficit. The general rule holds, though: as body fat falls, the safe rate falls with it. How do you turn a target rate into a calorie deficit?
Roughly, a pound of fat holds about 3,500 kcal and a kilogram about 7,700 kcal, so losing 0.5 kg a week needs about a 550 kcal daily deficit and 1 kg a week about 1,100 kcal. Find your maintenance calories first, then subtract the deficit that matches your target rate.

Treat these numbers as a launch point, not gospel. The 3,500-kcal-per-pound rule is a simplification: as you lose weight and your body adapts, the real deficit needed drifts, which is why the scale eventually slows even when your eating has not changed. [4] That is normal. Rather than slashing calories further at the first stall, hold the deficit, let the weekly average catch up, and only adjust after 2-3 flat weeks. A sensible floor for most people is not dropping below roughly 1,200 kcal (women) or 1,500 kcal (men) without supervision - go lower and you starve out protein, micronutrients and training quality. Why does the first week drop so much?
A big first-week loss is mostly water and glycogen, not fat. When you cut calories and carbs, your body burns through stored glycogen, and each gram of it releases roughly 3 grams of bound water - so the scale can fall 1-3 kg in days without much real fat loss.

This cuts both ways. The fast early drop is motivating, but do not read it as your true rate - week two will look tiny by comparison, and that is exactly what should happen. Should you track daily or weekly?
Weigh in often, but judge progress on the 7-day average, never a single day. Bodyweight swings 1-2 kg day to day on water, sodium, carbs and gut contents, so any one reading is noise - the weekly trend is the signal that tells you whether your rate is on target.
The practical routine: weigh yourself first thing in the morning, after the bathroom and before eating, on as many days as you can. Ignore each number in isolation. At the end of the week, average the readings and compare that average to last week's. If you are down about 0.5-1% of bodyweight, your deficit is dialled in. If you are flat for two to three weeks straight and being honest about intake, trim another 150-250 kcal or add a little activity.

What are the most common mistakes?
The mistakes that sabotage fat loss are almost always about going too hard, too fast: crash-dieting on too few calories, chasing the first-week water drop, cutting protein, panicking over daily weigh-ins, and skipping the resistance training that protects muscle. Fix these before you touch anything fancy.
- Crash dieting on 1,000-1,200 kcal. - Huge deficits burn through muscle, wreck training performance and rebound hard once you stop. Set the smallest deficit that still moves the scale.
- Chasing the first-week number. - That fast early drop is mostly water. Expecting 2 kg every week after it sets you up to feel like a failure and over-restrict.
- Cutting protein along with calories. - Protein is what spares muscle in a deficit. Keep it high - 1.8-2.7 g/kg - even as everything else comes down.
- Weighing once and panicking. - Daily weight swings 1-2 kg on water and food alone. Judge progress on the 7-day average, never a single morning.
- Dieting with no resistance training. - Diet alone loses fat and muscle. Lifting tells your body to keep the muscle, so more of what you lose is fat.
- Going faster because you are impatient. - Past ~1% of bodyweight a week, extra speed mostly buys extra muscle loss and hunger, not extra fat loss.
None of these are complicated to avoid. The thread running through all of them is patience: fat loss rewards a moderate deficit held for months over a brutal one abandoned in weeks. Pick the rate you can sustain, keep protein and lifting in place, and read the weekly trend - do that, and the fast crash diets you were tempted by end up looking slow by comparison, because you actually finish.
