What is Anaerobic exercise?

Anaerobic exercise is short, high-intensity physical activity that produces energy primarily through the ATP-PC and glycolytic systems without relying on oxygen, such as sprinting, heavy weightlifting, or jump training, to build strength, power, and fast-twitch muscle rather than aerobic endurance.

What is Anaerobic exercise?

Anaerobic exercise is intense physical effort that your muscles fuel without using oxygen, in contrast to aerobic exercise, which relies on oxygen to sustain longer, steady efforts. Because the anaerobic energy systems can only supply ATP quickly for a short window, anaerobic exercise is naturally brief and hard — think a maximal sprint, a heavy squat set, or a max-effort jump, rather than a jog or a swim. It's the type of training that builds raw strength, power, and fast-twitch muscle fiber size.

How it works

Anaerobic exercise works by drawing on two energy systems that don't require oxygen to produce ATP quickly: the ATP-PC (phosphagen) system, which uses stored creatine phosphate to regenerate ATP almost instantly for about the first 10 seconds of an all-out effort, and the anaerobic glycolytic system, which breaks down glucose or glycogen without oxygen to keep supplying ATP for up to roughly two minutes, producing lactate as a byproduct. Once an effort runs longer than that or intensity drops, the aerobic system takes over as the dominant energy source. This is why anaerobic exercise is inherently interval-based — short, maximal bursts followed by rest or lower-intensity recovery, rather than one continuous steady effort.

Types

Alactic (ATP-PC) efforts

Maximal efforts under ~10 seconds — heavy singles, max sprints, jumps — with minimal lactate buildup.

Lactic (glycolytic) efforts

Sustained hard efforts of roughly 20 seconds to 2 minutes — 400m sprints, high-rep sets to failure — where lactate accumulates and causes the burning sensation.

Worked example

Say an athlete performs a set of six 30-second maximal bike sprints with rest between them — a classic anaerobic conditioning session.

Because the ATP-PC system only fully restores after roughly 3-5 minutes, back-to-back short-rest sprints shift more of the work onto the glycolytic system.

Most training plans use both — anaerobic work for strength/power, aerobic work for conditioning and recovery capacity.

  • Strength/power athletes: Anaerobic training (heavy lifting, sprints, jumps) should make up most of the program, since it directly drives the adaptations that sport requires.
  • General fitness/endurance-focused lifters: Anaerobic intervals (like HIIT) can be added a few times a week alongside steady aerobic cardio for a well-rounded conditioning base.

Common misconceptions

  • "Anaerobic means you're not breathing." You still breathe hard during and after anaerobic exercise — 'anaerobic' describes how the working muscle produces ATP in that moment, not whether you're using oxygen at all.
  • "Cardio is aerobic and lifting is anaerobic, full stop." Intensity and duration, not the activity's category, determine which system dominates — a very long, moderate-intensity lifting circuit can lean aerobic, and a maximal 400m run is largely anaerobic.
  • "You should avoid anaerobic exercise if you want to lose fat." Anaerobic training builds and preserves the muscle that keeps metabolic rate up, and high-intensity anaerobic intervals also produce a meaningful post-exercise calorie burn (EPOC).
