What is Triceps brachii?
The triceps brachii is the large muscle on the back of the upper arm, and its name means three-headed. Those three heads, the long head, the lateral head and the medial head, all converge onto a single tendon that attaches to the point of the elbow. The triceps is the antagonist to the biceps and the elbow flexors: where they bend the elbow, the triceps straightens it. This makes it the muscle that finishes every pressing movement, from a bench press to an overhead press to a push-up, and the prime mover in any dedicated extension such as a pushdown or a dip. Importantly for anyone chasing bigger arms, the triceps is larger than the biceps and contributes roughly two-thirds of the cross-sectional area of the upper arm, so building the triceps does more for arm circumference than curls alone. Two of the three heads, the lateral and medial, cross only the elbow, so they act purely as elbow extensors regardless of shoulder position. How it works
The triceps generates force to extend the elbow by pulling the olecranon of the ulna toward the humerus and scapula. The long head originates from the infraglenoid tubercle of the scapula, just below the shoulder socket, which is why it crosses the shoulder joint. The lateral head arises from the upper, outer surface of the humerus above the radial groove, and the medial head from the broad lower, inner surface of the humerus below the groove. All three merge into a common tendon that inserts on the olecranon process at the back of the elbow. Because the lateral and medial heads only span the elbow, their leverage does not change with arm position; the medial head in particular is active during almost all elbow extension and is considered the workhorse for lighter and everyday extension, while the lateral head tends to take on more during heavier or more forceful efforts. The long head, crossing the shoulder, changes length as the shoulder moves. When you raise the arm overhead the long head is stretched, putting it in a lengthened position where it can contribute more force and receive a strong growth stimulus, which is why overhead cable or dumbbell extensions are commonly used to target it. When the arm is by the side, as in a pushdown, the long head is shorter and the lateral and medial heads do relatively more of the work. Research on shoulder position confirms that raising the arm overhead increases long-head activity in dumbbell elbow-extension exercises. In training, the triceps responds to the same principles as any muscle: mechanical tension, sufficient hard weekly sets and progressive overload. Because it is heavily involved in all pressing, it already gets substantial indirect volume from bench and overhead work; direct isolation then fills the gaps, especially for the long head, which pressing does not fully stretch. Practically, a complete approach combines heavy close-grip pressing or dips for overall load, overhead extensions for the long head in a lengthened position, and pushdowns for the lateral and medial heads, across moderate rep ranges with controlled form to protect the elbow tendon.
How to apply it
- Overhead extensions for the long head: Raising the arm overhead stretches the long head, which crosses the shoulder, and loads it in a lengthened position that drives growth. Use a cable, dumbbell or EZ bar for 10-15 reps, reaching a full stretch behind the head before extending.
- Pushdowns for the lateral and medial heads: With the arm fixed by the side, cable or rope pushdowns bias the two elbow-only heads and let you overload extension safely. Keep the elbows pinned, extend fully, and control the return for 10-15 reps.
- Close-grip press and dips for load: Compound pressing with a close grip, and parallel-bar dips, let the triceps move heavy loads and are excellent mass builders. Work in the 6-10 rep range with a range of motion your shoulders and elbows tolerate comfortably.
- Vary shoulder position on purpose: Because only the long head crosses the shoulder, alternating overhead and by-the-side extensions across the week ensures all three heads get worked. Do not expect a single movement to fully develop the whole muscle.
- Emphasise full elbow extension: The triceps only fully shortens when the elbow is locked out under control. Reaching complete, controlled extension each rep, without slamming the joint, exposes the medial and lateral heads to peak tension at the top.
- Progressive overload and adequate volume: The triceps grows by facing gradually greater demand over weeks. Because pressing already trains it, roughly 6-14 direct hard sets a week, added to your press volume, is usually plenty for size and strength.

Long head
Originates on the infraglenoid tubercle of the scapula and crosses both the shoulder and elbow; it assists shoulder extension and adduction and is stretched and best targeted with overhead extension work.
Lateral head

The triceps and biceps are antagonists that balance the elbow. Because the triceps is larger, it drives more of your arm circumference, yet it is often under-trained relative to the biceps. - Rehab and elbow health: After triceps tendon or elbow irritation, begin with light pushdowns in a pain-free range and avoid forceful lockouts and deep overhead stretch early on. Rebuild load gradually before returning to heavy dips or close-grip pressing.
Common misconceptions
- "Kickbacks or pushdowns build the whole triceps." By-the-side movements bias the lateral and medial heads but leave the long head short. Because the long head crosses the shoulder, you need at least some overhead extension work to load and grow it in its lengthened position.
- "You should train biceps more than triceps for big arms." The triceps is the larger muscle, contributing about two-thirds of upper-arm size. If bigger arms are the goal, triceps volume should at least match, and often exceed, biceps volume rather than trail behind it.
- "Grip width on pushdowns changes which head you hit dramatically." Rope, straight-bar or narrow grips shift emphasis only modestly. Shoulder position, overhead versus by-the-side, has a far bigger and more reliable effect on long-head involvement than the width or attachment you choose.
- "Locking out hard on every rep damages the elbow." Controlled full extension is where the triceps fully shortens and is a normal, safe part of training. The problem is ballistic, snapping lockouts under heavy load, not reaching a controlled straight-arm position each rep.
