How do you set up for the bench press?
A good bench press is won before the bar moves. Set five points of contact — head, upper back and glutes on the bench, both feet flat on the floor — pull your shoulder blades back and down to build a stable shelf, and take a symmetrical grip about 1.5 times shoulder width. A moderate upper-back arch is normal and protective.
The bench press is a compound exercise, so a stable base is everything. Start by lying back so your eyes sit roughly under the bar. Then retract and depress your scapulae — pinch the shoulder blades together and tuck them down toward your hips, like sliding them into your back pockets. That single cue does two jobs: it shortens the distance the bar has to travel, and it seats the shoulder in a packed, stable position instead of a loose, injury-prone one. Keep that shelf locked for every rep of the set.
The arch is where people overthink it. A moderate arch through the upper back is normal, safe, and helps set the shoulder blades — it is not cheating and it is not dangerous. What you want to avoid is a painful crank of the lower spine or, worse, driving your glutes off the bench. Keep the glutes down and let your legs press into the floor. That is leg drive: a braced, quiet base that channels force from the floor up through your torso and into the bar. Feet wide and planted, glutes down, chest up.

What is the correct bar path and pressing technique?
Unrack the bar to a locked-out position over your shoulders, lower it under control to your lower chest with elbows tucked to 45–75°, touch without bouncing, then drive it up and slightly back so it finishes stacked over your shoulder joints. The path is a shallow J, never a straight vertical line.
Take the bar out of the hooks with straight arms and let it settle directly over your shoulders — not over your face. From there, break at the elbows and lower with control, keeping the upper arms tucked toward the torso so your body and arms form an arrow shape rather than a flared T. The bar comes down to your lower chest, roughly the nipple line or just below the sternum. That touch point is what lets the elbows stay tucked; aiming for the neck or clavicle forces them to flare.
Touch under control and, especially when learning, pause for a beat on the chest. Then press the bar up and slightly back so it travels toward a lockout point over your shoulders — the strongest, most stable stacking position. Van den Tillaar and Sæterbakken mapped the "sticking region" of the press and found the hardest patch sits a few centimetres off the chest, which is exactly where control and a tight setup pay off. [4] Keep your wrists stacked over your forearms, drive your feet into the floor, and finish both arms to lockout together. Does grip width change which muscles work?
Yes. Grip width measurably shifts the load between chest and triceps. A wider grip biases the pectorals with a shorter range of motion, while a closer grip shifts demand toward the triceps and front delts over a longer press. A medium grip near 1.5 times shoulder width balances the two and is easiest on the shoulders.
This is not gym folklore — it shows up in the EMG. Lehman's 2005 study found that varying grip width (and forearm rotation) on the flat bench changed upper-body muscle activation, with a wider grip tending to raise pectoral involvement. [1] More recent work by Tanimoto and colleagues comparing wide- and narrow-grip benching found the two grips distribute force and muscle activity differently through the press, [2] and Muyor's team showed that the grip you choose changes activation across the chest and triceps. [3] The practical takeaway is simple: use grip width as a dial, not a rule.

For most lifters, start medium: set your grip so the forearms are vertical when the bar touches the chest. Go closer if your shoulders complain or you want more triceps carryover; go wider only once your technique is solid, because the widest grips pair a bigger pec stretch with more shoulder stress. What are the most common bench press faults, and how do you fix them?
The five faults that wreck benches are flaring the elbows to 90°, bouncing the bar off the chest, one arm pressing ahead of the other, letting the glutes leave the bench, and benching with the wrists bent back. Each has a clean fix, and none require you to lift lighter — just tighter.

A quick word on two of these, because they are the ones that actually hurt people. Flaring the elbows is the fault most tied to shoulder trouble: a narrative review by Motlagh and Lipps traced bench-press shoulder injuries to the combination of a poor upper-arm position and accumulating fatigue. [5] And bouncing the bar is how the scariest bench injuries — pectoralis tears — tend to happen; a 2026 case report documented a complex pec rupture in a lifter under a heavy bar. [6] Touch under control, keep the elbows tucked, and you sidestep the two biggest risks in one move. The glutes-off-the-bench fault is worth flagging in a raw-lifting context specifically: in competition it is an instant no-lift, and even in training it quietly turns your flat press into a decline you did not mean to do.
How do you bench safely and bail out if you fail a rep?
Bench inside a rack with the safety pins set just below your chest, or use a spotter — every heavy set. If you get pinned with safeties, lower the bar to the pins and slide out. Without them, tip the bar toward your hips and roll it down to your lap. Never bench with a thumbless grip.
Safety comes first because the bench is the one lift where a failed rep lands on your throat. Set the rack safeties (or spotter arms) so a stuck bar catches an inch or two below where it touches your chest. If you train alone, this is non-negotiable — it is the whole reason a home bench should live in a rack, not on the open floor. Powerlifting is a comparatively safe sport when run well, but injury-surveillance data from the sport still logs real shoulder and chest injuries, which is why technique and set-up matter under a max bar. Wrap your thumbs around the bar on every single rep. The thumbless "suicide" grip leaves nothing to stop the bar rolling back off your palms and onto your neck. The tiny amount of triceps "feel" it gives is not worth the risk — no serious coach uses it, and neither should you. [6]
Know your bail-out before you need it. In a rack with safeties: stop pressing, lower the bar to the pins under control, then wriggle out from underneath. With a spotter: call for the lift-off early and speak up the moment a rep stalls. Alone with no safeties and no spotter (avoid this, but if it happens): keep your thumbs wrapped, tip the bar off the chest toward your feet, and roll it slowly down your torso to your hips and lap — never over your head or neck. A wrapped thumb is what makes that roll survivable, which is the real reason the thumbless grip is banned in this guide.
What about incline, decline and dumbbell bench variations?
Incline pressing biases the upper chest and front delts, decline emphasises the lower chest and often lets you move more weight, and dumbbell pressing adds range of motion and forces each side to work independently. All three follow the same rules — retract the shoulder blades, tuck the elbows, control the bar — with small tweaks per variation.
Set an incline bench to 15–30°; steeper than that and it quietly becomes an overhead press with far more front-delt involvement. The incline is the go-to for a lagging upper chest — the incline dumbbell press is a Nishaana staple for exactly that. Sæterbakken's work on chest presses with different "degrees of freedom" is a useful lens here: the more a variation lets the bar or dumbbells wander, the more stabiliser demand you add and the more each side has to carry its own weight. [4] That extra range and independent loading is the whole appeal of dumbbells — at the cost of a harder set-up and lighter absolute loads.

How many sets, reps and warm-up sets should you do?
Match the rep range to your goal: 3–6 reps at 80–90% of your one-rep max for strength, or 6–12 reps at 65–80% for chest size, across 3–5 hard sets. Always ramp up with 3–4 progressively heavier warm-up sets first — never walk in and load your working weight cold.
Your one-rep max anchors the loads. For a bigger bench, spend most of your time in the strength range with long rests; for a bigger chest, live in the 6–12 zone with a couple of minutes between sets. Either way, the driver is progressive overload — beat last week's numbers by a rep or a small plate. What are the biggest bench press mistakes?
Beyond the form faults, the mistakes that stall a bench are almost always the same: skipping the warm-up ramp, training to failure on every set, never varying the rep range, ignoring the triceps and upper back, and chasing weight before you own the movement.
- Loading up cold. Jumping to your working weight without ramp sets is how shoulders get tweaked. Spend two minutes warming the exact groove.
- Grinding to failure every set. Constant maximal fatigue is the setting where shoulder injuries cluster. [5] Leave a rep or two in reserve on most sets.
- Only ever doing 5×5. Your bench responds to variety — cycle strength and hypertrophy blocks rather than benching the same weight forever.
- Neglecting triceps and upper back. A weak lockout is a triceps problem; a wobbly shelf is an upper-back problem. Train both or your press stalls.
- Ego over technique. Adding weight faster than you can control it just bakes in the faults above. Own the movement, then add the plate.
None of this is exotic. The lifters who build a strong, healthy bench are the ones who set up the same way every rep, warm up honestly, and add a little each week for months. Master the set-up, respect the safeties, and the numbers take care of themselves.
