The overhead press guide.

The overhead press is a standing barbell lift where you press the bar from your front-racked shoulders to locked out overhead. Set your grip just outside your shoulders, tuck your elbows slightly in front of the bar, brace your core and squeeze your glutes, then press in a straight vertical line, moving your head back so the bar clears your face.

How do you set up the overhead press?

Set your grip just outside shoulder width, pull the bar into your front rack so it rests on the shoulders and heel of the palm, tuck your elbows slightly in front of the bar, then brace your core and squeeze your glutes before you press. A solid setup is most of a solid press — get rigid before you move.

Take the bar out of the rack (or clean it up) and rest it on the front of your shoulders, not floating in your hands. Your grip sits just outside your shoulders — wide enough that your forearms are close to vertical when the bar is racked, narrow enough that you are not pressing at an angle. Set the bar low in the palm, stacked over the bones of the forearm, so your wrist is not cranked backward under load.

Your elbows start slightly in front of the bar, not flared out to the sides and not buried under it. This keeps the forearms roughly vertical so force goes straight up. Then build the platform: pull a big breath into your belly and brace your abs as if you are about to take a punch, and squeeze your glutes to stop your hips sliding forward. Stack your ribcage over your pelvis. That full-body tension is what turns a wobbly standing press into a stable one — one reason the standing shoulder press demands so much more stabiliser work than a supported version. [1]

In a 15-lifter EMG study, the standing shoulder press produced higher deltoid activation than the seated version, and the standing dumbbell press — the least stable variation — drove the most deltoid activity of all, despite the lowest weight lifted. How do you press the bar overhead?

Press the bar in a straight vertical line. As it clears your chin, pull your head back to let it pass, then push your head "through the window" so the bar finishes stacked over the crown of your head, your ears and your mid-foot, with elbows locked and biceps by your ears.

The whole game is that vertical bar path. A loaded barbell wants to travel in a straight line over your base of support — your mid-foot. The problem is your face is in the way. Beginners solve this by pressing the bar out and around their chin, which pushes the load forward and turns the press into a shaky, front-loaded grind.

The fix is to move your body around the bar instead of moving the bar around your body. Press straight up, and the instant the bar clears your chin, pull your head and torso back a few centimetres so the bar rises past your face in a straight line. Once it is above your forehead, drive your head and chest slightly forward — the classic cue is moving your head through the window your arms make — so at lockout the bar sits directly over your ears and mid-foot. Finish with elbows fully straight and traps shrugged up into the bar to stabilise the top. That upward shrug lets your shoulder blades rotate up naturally, which is how the shoulder is built to work overhead — not forced down and "packed." Lower under control on the same path, re-rack the elbows in front, reset the brace, and go again.

What are the most common overhead press faults, and how do you fix them?

The recurring overhead-press faults are excessive layback, pressing the bar around the face, flared elbows, a missed lockout, bent-back wrists, and a loose midsection. Nearly all of them trace back to a bar that drifts off the vertical line or a body that is not braced hard enough to stay rigid.

Work these in order. The layback and the brace are the two that most often unlock a stalled press, because a leaky midsection and a big arch both bleed force and load the lower back. If a fault survives even at light weight, it is a technique problem, not a strength problem — drop the load, own the position, then build back up. How much layback is actually okay?

A small backward lean to get your chin out of the bar's path is normal and safe — every strong presser does it. What you want to avoid is a large, sustained arch that shifts the work onto your upper chest and turns the strict press into a standing incline press. A little layback is fine; a lot is a different lift.

Here is the honest version, because the internet tends to shout in absolutes. The overhead press is not "bad for your shoulders," and a bit of layback is not cheating — the bar has to clear your face somehow, and leaning back slightly is more efficient than arcing the bar around it. The line you are watching for is whether your ribcage stays roughly stacked over your pelvis, or whether your lower back hyperextends into a big arch to shove the bar up with the pecs.

Keep the layback honest with two things: glutes and abs. Squeezing the glutes tucks the pelvis and stops the hips drifting forward; bracing the abs caps how far the ribcage can flare. If you find yourself leaning back further every rep as a set fatigues, that is your cue to stop the strict set — or switch deliberately to a push press. Done with a locked-down torso, the strict press is one of the best compound exercises for building resilient, capable shoulders.

Standing vs seated overhead press: which should you do?

Standing builds full-body strength and athletic carryover and lets you use leg drive; seated removes the legs, fixes your trunk against a bench, and shifts more of the work onto the delts. Standing is the better all-round strength lift; seated is a strong choice for shoulder hypertrophy or training around a cranky lower back.

The difference is mostly about stability. Standing, you have to brace your entire body to stay rigid, so the core, upper back and glutes all work hard and the delts share the load with those stabilisers. Sit down and brace against a bench, and the trunk work largely disappears — the deltoids do proportionally more, which is exactly what you want if the goal is to grow them. [1]

Equipment and bar position matter too. EMG work on overhead pressing found that the barbell drives more muscle activity than a machine, and that a behind-the-neck (back) press biases the medial and rear delts while a front press leans more on the upper chest. [2] Separate research on load and implement found that harder-to-stabilise tools raised activation across nearly every shoulder and back muscle at the same weight, echoing the stability theme. [3] Practically: use the standing barbell press as your main strength lift, and add seated or dumbbell pressing when you want to bias the delts. What is the push press, and when should you use it?

The push press adds a short dip and drive of the knees to launch the bar off your shoulders, then you press it the rest of the way overhead. Use it to handle heavier loads, overload the top half of the lift, build overhead power, or keep training when your strict press stalls near lockout.

The movement is simple but the timing takes practice. From the same braced front-rack setup, dip a few inches by bending the knees while keeping your torso vertical — this is a short, sharp dip, not a squat. Then drive explosively through the legs to launch the bar upward, and as the leg drive fades, punch the bar the rest of the way to lockout with your arms. Finish exactly like a strict press: bar over the ears and mid-foot, elbows locked.

Why bother? Leg drive lets you move more weight overhead than your strict press allows, so your shoulders spend time under heavier loads and the top-end lockout gets stronger. It is also more athletic — driving something overhead with the legs is how the movement shows up in sport and daily life. Program a little push-press work alongside the strict press and the two tend to pull each other up. Just do not let the push press sneak into your strict sets by accident; decide up front which one a set is. What mobility do you need for a clean lockout?

To lock out cleanly with the bar over your ears, you need enough overhead shoulder flexion and thoracic-spine extension to get your arms fully vertical without your lower back arching to compensate. If you cannot reach that position, the fix is mobility work, not more weight through a compromised range.

Two areas usually limit the lockout. The first is the shoulders — if you cannot raise your arms straight overhead against a wall without flaring your ribs, your press will bottom out early or drift forward. The second is the thoracic spine, the mid-back region that has to extend slightly to let the arms finish vertical. A stiff, rounded upper back forces the shoulders and lower back to make up the difference, which is where cranky positions come from.

The evidence here is encouraging: a randomised pilot study found that combining thoracic mobilisation with extension exercises improved thoracic alignment and shoulder function in people with shoulder impingement. [4] You do not need a clinic — a foam roller for thoracic extension, banded shoulder-flexion stretches, and a few sets of an overhead wall slide before pressing go a long way. Test your position with a light "bar over the head" hold: if the bar sits over your ears with a stacked torso, you are cleared to load. If your back arches to get there, spend a few weeks on mobility first. Let the shoulder blades rotate up as you press — that upward rotation is normal, healthy overhead mechanics, not something to fight.

How many sets and reps, and how should you warm up?

For strength, do 3-5 working sets of 5-8 reps; for size, push into 8-12 reps. Warm up with the empty bar and a few ramping sets before your top weight, and press overhead about twice a week — one heavier day and one lighter, higher-rep day. Effort matters more than the exact number: keep working sets within 1-3 reps of failure.

The overhead press builds both strength and shoulder size well because muscle grows across a wide span of loads when sets are taken close to failure — a 2021 re-examination of the "repetition continuum" found similar hypertrophy from roughly 30% up to 85% of your one-rep max, provided effort is high. [5] So 5s and 8s and 12s all work; pick the range that fits the day's goal and progress it. Frequency helps too: the NSCA recommends training a muscle group at least twice a week on non-consecutive days, which two press sessions deliver comfortably. [6]

Drive progress with progressive overload: because the press uses small muscles, the jumps are small too. When you hit the top of your rep range on every set with good form, add the smallest plates you have — often 1-1.25 kg total — rather than the 2.5 kg jumps you would make on a squat. What are the biggest overhead press mistakes?

The mistakes that stall most pressers are chasing weight before the bar path is clean, letting the push press creep into strict sets, pressing only once a week, ignoring the upper back and side delts, and skipping mobility until something aches. None are exotic — fixing them is mostly discipline, not a new program.

  • Chasing weight before the bar path is clean. — A crooked, arcing press caps how much you will ever move. Own a straight vertical line at lighter loads first, then add plates.
  • Turning every press into a push press. — If you dip the knees on rep three because the strict rep stalled, that is a different lift. Decide up front whether the set is strict or push press.
  • Only pressing overhead once a week. — The press responds to frequency like any lift. Pressing twice a week — one heavier, one lighter — usually adds reps faster than a single grinding session.
  • Skipping the upper back and side delts. — Rows, face pulls and lateral raises build the shoulder that stabilises and finishes the press. A press-only program stalls at lockout.
  • Ignoring mobility until something hurts. — If you cannot reach full lockout with the bar over your ears, fix thoracic and shoulder mobility now — do not just muscle through a compromised position.
  • Never programming the push press. — Leg drive lets you overload the top half and handle heavier weight overhead. A little push-press work often lifts the strict press with it.

The overhead press rewards patience more than almost any lift. Progress comes in small plates and clean reps, not big weekly jumps, and the lifters who get strong overhead are the ones who protect the bar path and press consistently for months. No — for most people a well-executed overhead press builds healthy, stable shoulders. Problems come from poor technique or ignored mobility, not the movement itself. Press in a straight vertical line, lock out fully with the bar over your ears, and let the shoulder blades rotate up naturally rather than forcing them down.

How much can you lean back on the overhead press?

Two sessions a week works well for most lifters — one heavier day of 3-5 reps and one lighter, higher-rep day. Pressing overhead only once a week leaves progress on the table, while more than three focused sessions usually adds fatigue without much extra return for a lift this technical.

Why can I bench a lot more than I overhead press?

That is completely normal. The bench press lets you use the large pectorals with your body supported on a bench, while the overhead press relies on smaller deltoids and forces you to stabilise the whole body standing. Most lifters press overhead roughly 60-70% of what they bench.

Do I need good mobility to overhead press?

You need enough shoulder and thoracic-spine mobility to reach full lockout with the bar over your ears without your lower back caving into a big arch. If you cannot, work on thoracic extension and overhead shoulder flexion first; research shows improving thoracic mobility helps shoulder function and range.
