What is Full range of motion?

Full range of motion is the practice of moving a joint through its complete available arc during a repetition, such as squatting until the hip crease drops below the knee or lowering a bench press bar fully to the chest, to expose the target muscle to tension across its full length.

What is Full range of motion?

Full range of motion means completing every degree of a movement's normal, healthy arc on every rep — a full squat descends until the hip crease passes below the top of the knee, a full bench press lowers the bar to touch the chest, a full pull-up starts from a dead hang and finishes with the chin over the bar. It's the default technique standard most coaches teach, since it trains the muscle and joint through the entire length they're built to move through, rather than only a portion of it.

How it works

Full range of motion works by stretching the target muscle to a longer length at one end of the rep and driving it to a fuller contraction at the other, which places mechanical tension — the primary driver of muscle growth — across more of the muscle's fibers and length than a shortened rep does. It also trains the joint through its full functional arc, which is linked to maintained or improved flexibility and mobility over time, compared to only ever loading a joint through a narrow slice of its range. Systematic reviews comparing training programs report a small overall hypertrophy advantage for full ROM over partial ROM, though the gap narrows or disappears when the partial reps used are specifically lengthened partials rather than shortened, lockout-style partials.

How to apply it

  • Match depth to the exercise standard: Use the accepted technical full ROM for each lift (e.g. hip crease below knee in a squat, bar to chest in a bench press) rather than an arbitrary personal depth.
  • Prioritize control at the end ranges: The bottom of a squat or the stretched position of a curl is where most of the extra tension from full ROM comes from — control it rather than bouncing or rushing through it.
  • Reduce load before reducing range: If a rep can't be completed with full ROM, drop the weight first rather than quietly shortening the range to protect the number on the bar.
  • Modify, don't abandon, around joint limits: Where mobility or injury genuinely limits full ROM, use the fullest pain-free range available and address the mobility restriction separately, rather than training in the shortened range indefinitely.

Say a lifter compares a full-ROM bench press to a common partial variation (a board press that stops a few inches off the chest) at the same relative effort.

Board presses have a legitimate role for building lockout strength, but as a default hypertrophy exercise, the full-ROM version has the stronger evidence base.

  • Most lifters, most goals: Use full range of motion as your default on the majority of exercises — it has the broadest evidence base for both hypertrophy and long-term joint health.
  • Lifters chasing a specific 1RM or lockout strength: Partial-ROM work (like board presses or pin squats) can be added as a secondary tool, not a replacement for full-ROM training.

Common misconceptions

  • "Full range of motion means going as deep as physically possible, even past a joint's healthy limit." Full ROM means the joint's normal, healthy functional arc for that exercise, not forcing extra range that causes pain or loses tension on the target muscle (e.g. excessive lumbar rounding at the bottom of a deadlift).
  • "You should always use full range of motion, no exceptions." Temporary partial ROM is a legitimate tool for working around a joint limitation, an injury, or building lockout strength — it's abandoning full ROM as your general default, not ever using partials, that's the mistake.
  • "Full range of motion always means less weight on the bar." Full ROM often does mean a somewhat lighter load than a shortened partial, but the extra length of tension typically makes up for the load difference in terms of the growth stimulus per set.
