What is body recomposition?
Body recomposition is the process of gaining muscle and losing fat at the same time, so your body composition improves even when your total weight stays roughly the same. Instead of the traditional bulk-then-cut cycle, you run both processes together by combining resistance training with high protein and controlled calories.
The classic approach treats muscle gain and fat loss as opposites. You bulk in a calorie surplus to build, then cut in a deficit to reveal it. Recomposition asks whether you can do both at once, and the answer, for the right person, is yes. A 2020 review in the Strength & Conditioning Journal concluded that trained and untrained people can add lean mass while dropping fat when training and nutrition are dialled in. [1]
The catch is that the scale becomes a bad judge. If you add a kilo of muscle and lose a kilo of fat, the number on the scale does not move, but you look and perform noticeably better. Can you really build muscle and lose fat at once?
Yes, but who you are decides how well it works. Recomposition is fastest and most reliable for beginners, people returning after a layoff, and those carrying higher body fat. It gets progressively harder the leaner and more trained you are, and for advanced natural lifters, separate bulk and cut phases usually win.
The reason comes down to how much room your body has to grow muscle. Untrained muscle responds fast, and stored body fat gives your body the energy to build with. Antonio and Ellerbroek's 2015 trial even saw resistance-trained people improve body composition on very high protein, and Longland's 2016 randomised trial showed lean mass going up while fat came off in a deficit when protein and training were high. How does body recomposition actually work?
Recomposition works because your body can pull energy from fat stores to fuel muscle repair. Resistance training and high protein tell your body to build lean tissue, while a calorie deficit forces it to draw the missing energy from stored fat rather than from food, so fat comes off while muscle goes on.
Think of it as two separate accounts. Muscle protein synthesis needs a stimulus (hard training) and building blocks (dietary protein). Fat loss needs an energy shortfall. These do not have to conflict, because the energy to build muscle can come from your own fat instead of your plate. That is why higher-body-fat people recomp so well: they are carrying the fuel.
This is also why the evidence on needing a surplus is nuanced. A 2019 Frontiers in Nutrition review found that while a surplus supports maximum hypertrophy in lean, advanced lifters, people with fat to spare and less training history can build muscle without one. [6] The further you are from your ceiling and the more fat you carry, the more your body is willing to build from internal energy.

What does body recomposition require?
Recomposition rests on three requirements: high protein (roughly 1.6-2.2 g per kg of bodyweight), progressive resistance training two to four times a week, and calories held at or just below maintenance. Miss any one and you slide into either a plain bulk or a plain cut instead of a recomp.
1. High protein
Protein is the lever that separates recomp from a normal diet. It protects and builds muscle even while calories are capped. Morton's 2018 meta-analysis of 49 trials found protein intake supports resistance-training gains up to around 1.6 g/kg, and Longland's deficit trial used ~2.4 g/kg to drive lean-mass gain while losing fat. 2. Progressive resistance training
Training is the signal that says "keep this muscle." Aim for 10-20 hard sets per muscle per week, spread across three or four sessions, and apply progressive overload so the numbers climb over time. Schoenfeld's 2017 dose-response meta-analysis tied higher weekly volume to more muscle, and that relationship still holds when you are eating at maintenance. [7]
3. Calories at or near maintenance
Energy intake sets the direction. Sit at maintenance and body composition improves slowly with training doing the work. How do you set up a recomp?
To set up a recomposition, anchor your calories at maintenance or a small deficit, push protein to 1.6-2.2 g/kg, train hard three to four times a week with progressive overload, and manage energy with steps and sleep rather than by slashing food. Then hold the plan long enough to see it work.

For higher-body-fat lifters, the lower deficit end (closer to 500 kcal) is fine and speeds fat loss. If you are already fairly lean, stay at or barely below maintenance so you keep enough energy to build. Helms and colleagues' 2014 recommendations for natural physique athletes make the same point: as you get leaner, deficits should shrink to protect muscle. Why does the scale barely move during recomp?
The scale barely moves during recomposition because muscle gained and fat lost roughly cancel out on the number, even though your shape changes. This is the defining feature of recomp, not a sign of failure, which is why you track measurements, progress photos and strength instead of relying on bodyweight.
Muscle and fat weigh the same per kilogram, but muscle is denser and takes up less space. Swap a kilo of fat for a kilo of muscle and the scale reads identical while your waist shrinks and your arms fill out. If you only watch bodyweight, recomp looks like nothing is happening, and that is exactly when most people quit.

The single most reliable combination is your waist measurement plus your training log. If the tape is shrinking while your lifts climb, you are losing fat and keeping or building muscle. What are realistic expectations?
Realistic recomposition is slow. Expect to feel stronger within 2-4 weeks, see visible changes around 8-12 weeks, and judge real progress over months rather than weeks. Recomp is deliberately slower than a dedicated bulk or cut because you are asking your body to do two opposing jobs at once.
Set the pace expectations honestly. Fat loss during a recomp is slower than a straight cut, and muscle gain is slower than a straight bulk. What you get in return is a body that improves steadily without the puffy bulk phase or the flat, depleted look of an aggressive cut. For beginners and returning lifters, the first few months can be genuinely dramatic; for everyone else, it is a patient, cumulative process.
Give any recomp block at least 8-12 weeks before judging it, and reassess with the tape and photos, not a single weigh-in. If after two months your waist is down and your lifts are up, keep going. If nothing has moved on any metric, revisit your calories (you may be above maintenance) and your protein (you may be under target) before changing anything else. What are the common recomposition mistakes?
Most failed recomps come down to the same handful of errors: cutting calories too hard, under-eating protein, skipping progressive overload, obsessing over the scale, expecting bulk-and-cut speed, and quitting before the payoff shows. Fix these and recomp becomes a reliable, if unhurried, way to change your body.
- Cutting calories too hard. A big deficit turns recomp into a straight cut, and muscle gets sacrificed alongside fat. Stay at or just below maintenance so there is enough energy to build.
- Under-eating protein. Protein is the lever that protects lean mass in a deficit. Falling short of ~1.6 g/kg is the fastest way to lose the muscle you are trying to build.
- No progressive overload. Without rising loads or reps, your body has no reason to keep muscle when calories are tight. Log your sets and beat last week, even by a little.
- Living on the scale. Recomp is the one goal where a flat scale can mean it is working perfectly. Judge it by the tape, photos and your lifts, not the morning weigh-in.
- Expecting bulk-and-cut speed. Recomp trades speed for keeping your physique steady. Fat loss is slower than a dedicated cut and muscle gain slower than a surplus. Give it months.
- Quitting in week three. The visible payoff shows up around the 8-12 week mark. Most people bail before then because the scale did not move. Hold the line and let the photos catch up.
None of these are complicated, and that is the point. Recomposition is not a special protocol so much as disciplined basics held for long enough: enough protein, honest training, controlled calories, and the patience to measure the right things while the scale sits still.
