Why do you lose muscle in a cut, and can you stop it?
You lose muscle in a cut because a calorie deficit tells the body to break down tissue for energy and lowers muscle protein synthesis. Most of that loss is preventable: keep protein high, keep lifting heavy, and keep the deficit moderate, and the body burns fat while holding onto muscle.
A caloric deficit is not selective by default. When energy is scarce, your body will pull from fat and muscle unless you give it strong reasons to spare the muscle. Murphy and Koehler's 2022 meta-analysis put a number on the risk: training in an energy deficit impaired gains in lean mass compared with eating enough, though strength itself held up when lifters kept training. [4] The muscle is on the table — but the same review shows the training signal protects a lot of it.
Here is the encouraging part. The three levers that keep muscle are not exotic: adequate protein, hard resistance training, and a sensible rate of loss. Garthe's elite-athlete study is the cleanest demonstration — athletes losing weight at about 0.7% of bodyweight per week actually gained lean mass and strength during the cut, while faster losers did not. [5] Get those levers right and "cutting without losing muscle" stops being a slogan and becomes the expected outcome.

How much protein do you need while cutting?
Eat 2.0-2.4 g of protein per kg of bodyweight per day while cutting — higher than the 1.6-2.2 g/kg used to build muscle. Protein is the single most important dietary lever for keeping muscle in a deficit: it blunts muscle breakdown, keeps you full, and costs more energy to digest.
The higher target is not a guess. Helms and colleagues reviewed the protein needs of lean, resistance-trained athletes during caloric restriction and concluded they need more protein than usual to protect muscle — landing on a range of roughly 2.3-3.1 g/kg of fat-free mass, with the leanest, most calorie-restricted lifters at the top end. [1] Mettler's controlled study made it concrete: athletes on a higher-protein diet during weight loss lost significantly less lean mass than those on moderate protein, with identical fat loss. [3]
Longland's 2016 trial is the standout. Two groups ate in a steep deficit and trained hard for four weeks; the higher-protein group (about 2.4 g/kg) gained lean mass while losing more fat, and the lower-protein group (1.2 g/kg) did not. [2] Even Morton's broad meta-analysis, which found protein benefits plateau around 1.6 g/kg in a surplus, supports pushing higher when you are dieting and trying to protect tissue. Should you keep lifting heavy or switch to "toning"?
Keep lifting heavy. Maintaining the same loads, rep ranges and volume you used to build muscle is the signal that tells your body to hold onto that muscle in a deficit. Switching to light weights and high-rep "toning" circuits removes that signal — and is the fastest way to watch strength and size disappear.
The "toning" myth is the biggest training mistake on a cut. There is no separate light-weight mode that "defines" a muscle; you build a muscle by training it hard, and you reveal it by losing fat. Drop the loads and you remove the very stimulus that preserves the tissue. Longland's trial had both groups doing intense resistance and interval work precisely because heavy training is what protects lean mass in a deficit. [2]
Practically, hold your training volume and intensity as close to your building phase as recovery allows. Keep the compound lifts and the working weights; keep sets within a couple of reps of failure. You may need to trim a little total volume late in a cut as recovery dips — that is fine — but the loads stay heavy. Reassuringly, Murphy and Koehler found strength holds up in a deficit even when muscle gain slows, so those numbers are your anchor. How big should the deficit be?
Run a moderate deficit that loses about 0.5-0.75% of your bodyweight per week. That pace strips fat while keeping training quality and muscle intact. Aggressive deficits of 1%+ per week drop the scale faster but take muscle and strength down with the fat.
Rate of loss is the lever most people get wrong. Garthe's study compared elite athletes losing weight slowly (~0.7%/week) versus quickly (~1.4%/week): the slow group preserved and even added lean mass and strength, while the fast group did not, despite similar fat loss. [5] A patient cut is not just gentler — for keeping muscle, it is more effective.

How much does sleep matter on a cut?
Sleep is a muscle-preservation tool, not a luxury. Aim for 7-9 hours a night. Short sleep during a diet skews weight loss toward muscle instead of fat and blunts recovery from training — exactly the wrong trade when you are trying to hold muscle.
When you are in a deficit, the body decides how much of the lost weight comes from fat versus muscle, and sleep tips that decision. Chronic short sleep raises the share coming from lean mass and drags down training performance, so you both lose more muscle and stimulate less of it. Regular resistance training improves sleep quality in return, so the loop can work for you if you protect the hours. [8]
The basics do the job: a consistent schedule, a cool dark room, and caffeine kept out of the second half of your day. This matters more on a cut than in a bulk, because hunger and lower energy already fray sleep quality. How much cardio should you do?
Use the least cardio that keeps fat loss moving. Cardio and food restriction both create the deficit, so stacking a lot of cardio onto a tight diet deepens it past the point where muscle is safe. Start with diet alone, then add cardio in small doses only when progress stalls.
Cardio is a tool for widening the energy gap, not a muscle-building activity — and long, frequent sessions add recovery cost that competes with your lifting. That does not make it bad; a few easy sessions a week aid heart health, appetite control and daily calorie burn without threatening muscle. The mistake is treating cardio as the engine of the cut and the weights as an afterthought.
A practical order of operations: set the diet first, keep lifting heavy, and add cardio only when the scale sticks for two weeks at your target intake. Favour low-intensity walking, which barely dents recovery, and keep any hard intervals short and infrequent so they do not eat into leg recovery. Do refeeds and diet breaks help?
Refeeds and diet breaks mainly help you stick to the cut. Eating at maintenance for a day or a week eases hunger, restores training quality and gives you a mental reset. The evidence that they preserve extra muscle on their own is thin, so use them for sustainability, not as a magic muscle-saver.
A refeed is a short bump back to maintenance calories (usually via extra carbs) for a day or two; a diet break is a longer stretch of a week or two at maintenance before you resume the deficit. Both refill muscle glycogen, which makes you look fuller and lift better, and both give a break from the psychological grind of constant restriction. Those are real benefits for adherence, and adherence is what actually finishes a cut.
Be honest about the limits, though. The direct evidence that these breaks save meaningful extra muscle beyond what high protein and heavy lifting already do is limited and mixed — so do not count on them as a muscle strategy. Treat them as a tool that keeps you consistent and training hard, which is where the real muscle protection lives. If a break helps you hit your protein and your lifts for the next month, it earns its place.
How can you tell if you are losing muscle?
Your strength is the best gauge. If your main lifts hold steady on a moderate deficit, you are almost certainly losing mostly fat. A steady, across-the-board strength decline — paired with the scale dropping faster than about 1% of bodyweight per week — is the clearest sign you are shedding muscle.
The scale alone lies: it cannot tell fat, muscle and water apart. Strength is a far better proxy, because muscle you are keeping keeps producing force. Watch these four signals together rather than any one in isolation.
- Strength is dropping fast. A rep or two of temporary decline late in a cut is normal. A steady week-over-week slide on your main lifts across the board usually means you are losing tissue, not just fuel. This is your single best early warning.
- You look "flat", not just leaner. Some flatness from lower glycogen is expected. But visibly smaller, softer muscles alongside falling strength points to muscle loss rather than fat loss.
- The scale is falling too fast. More than ~1% of bodyweight per week for more than a couple of weeks means a chunk of that loss is likely lean mass and water, not fat.
- Recovery and mood tank. Deep fatigue, poor sleep and dead sessions signal the deficit or the training load is too aggressive for your recovery — a state where muscle is hard to hold.

When strength slips for two straight weeks, the fix is usually one of two things: eat a little more (shrink the deficit) or sleep more. Both pull the loss back toward fat. What are the most common cutting mistakes?
The muscle-losing mistakes are almost always the same handful: dropping the weights to "tone", cutting too aggressively, letting protein slide, over-doing cardio, skimping on sleep, and dieting with no end date. Fix these and muscle loss largely takes care of itself.
- Dropping the weights and chasing the "pump". — The high-rep, light-weight "toning" cut is the classic muscle-loser. Heavy training is the signal that tells your body to keep the muscle. Keep lifting near the loads you built with.
- Cutting too hard, too fast. — A huge deficit strips fat and muscle together and wrecks training quality. A moderate deficit takes longer but keeps far more muscle. Patience is the strategy.
- Letting protein slide. — Appetite falls in a deficit, and protein is the first casualty. It is the one macro you must defend — 2.0-2.4 g/kg, tracked, every day.
- Adding cardio on top of an already big deficit. — Cardio and food restriction do the same job. Doubling up deepens the deficit past the point where muscle is safe. Add cardio only when the diet stalls.
- Ignoring sleep. — Short sleep skews weight loss toward muscle instead of fat. Seven to nine hours is not optional on a cut — it is part of the program.
- Cutting forever with no end. — Endless dieting drains performance and adherence. Set a target and a timeframe, hit it, then eat at maintenance to recover before the next block.
Here is the pattern under all six: a cut keeps muscle when you change your food and protect your training, and it loses muscle when you do the reverse — gutting the training and half-changing the food. Keep the barbell heavy, keep protein high, keep the deficit moderate, and give it a deadline. The lifters who finish a cut looking bigger, not smaller, are the ones who treated it as a nutrition phase, not a training overhaul.
