But if you routinely need a 90-minute nap to function, that is a signal your baseline nights are too short, not a workaround — fix the night first. How do you actually get more sleep?
Getting more sleep is mostly about protecting the hours and the wind-down, not buying gadgets. The highest-return moves are a fixed wake time, an earlier bedtime you defend, a caffeine cutoff about 8 hours before bed, a cool and dark room, and dimmer light with screens down in the last hour.
Start by working backwards from your wake time. If you have to be up at 6:30 and you need 8 hours, lights-out is 10:30, which means starting to wind down closer to 10. Most lifters do not have a sleep-need problem so much as a bedtime-discipline problem — the hours get eaten by one more episode or one more scroll. Setting a bedtime alarm, not just a wake alarm, is one of the most underrated fixes there is.
From there, remove the obvious sabotage. Caffeine has a 5-6 hour half-life, so a mid-afternoon coffee or a late pre-workout is still active at midnight; move your last dose earlier. Keep the room cool, dark and quiet to deepen slow-wave sleep, and dim the lights in the last hour so melatonin can rise on schedule. - "Some people only need 5 hours." True short sleepers exist, but they are a fraction of a percent of the population. Most people who claim it are simply adapted to feeling tired. If you are dragging through afternoons, you are not one of them.
- "You can train your body to need less sleep." You can train yourself to tolerate less and stop noticing the deficit. You cannot train away the physiological need — the strength, recovery and hormonal costs keep accruing whether or not you feel them. [6]
