Unilateral training, explained.

Unilateral training means working one limb at a time — lunges, split squats, single-leg Romanian deadlifts, single-arm rows and presses — instead of loading both limbs together. It builds strength and size much like bilateral lifts, but it also exposes and corrects left-right imbalances, loads your core harder, and is often kinder to your spine and knees.

What is unilateral training?

Unilateral training is any exercise that loads one limb at a time — a single leg or a single arm — rather than both together. Lunges, split squats, single-leg Romanian deadlifts, single-arm rows and single-arm presses are all unilateral. Bilateral training is the opposite: the back squat, deadlift, bench press and barbell row all drive both limbs at once.

The distinction matters because of what each style lets you get away with. On a barbell squat, a stronger right leg can quietly take more of the load and your reps still go up — the bar does not care how the work is shared. Step into a Bulgarian split squat and that trick disappears. Each leg has to move its own load, stabilise your whole bodyweight, and finish its own reps. Nowhere to hide.

Unilateral work also changes what your trunk has to do. When only one side is loaded, gravity tries to tip and rotate you, so your core braces hard to keep you square. That anti-rotation demand is part of the point, not a side effect. Here is how the two styles stack up.

What are the benefits of unilateral training?

Unilateral training fixes left-right imbalances, demands far more core stability, tends to be gentler on the spine and knees, lets you exploit the bilateral deficit, and needs almost no equipment. Those benefits explain why it shows up in rehab, athletic prep and everyday hypertrophy training alike.

The headline benefit is symmetry. Most people have a stronger side, and on bilateral lifts that gap stays invisible while it slowly widens. Single-limb work forces each side to do its own job at its own strength. That matters beyond aesthetics: Bishop, Turner and Read's 2018 systematic review found that larger inter-limb asymmetries are associated with reduced jump, sprint and change-of-direction performance in athletes. [6] Evening out the sides is a performance lever, not just a cosmetic one.

The other wins are practical. Single-leg exercises use a fraction of the total load of a heavy barbell squat, so spinal compression drops sharply — useful if your lower back complains under the bar. Moves like the reverse lunge and step-up can be set up to keep the knee happy, which is one reason they anchor so many return-to-play plans. And because each limb is challenged by a modest dumbbell, you can train hard at home with a single pair of adjustable dumbbells or nothing at all.

Key finding

"Inter-limb asymmetries have been shown to negatively affect measures of physical and sports performance" — larger side-to-side gaps tracked with worse jumping, sprinting and change-of-direction scores across the studies reviewed. Bishop et al., Journal of Sports Sciences (2018). [6]

What does the evidence actually say?

Unilateral and bilateral training build muscle and strength to a similar degree. A 2025 meta-analysis found no meaningful difference in hypertrophy or dynamic strength between the two. Where they split is transfer: unilateral work carries over better to single-leg and balance tasks, while bilateral lifts still let you load heavier for overall strength.

The clearest picture on size and strength comes from Kassiano and colleagues' 2025 systematic review and meta-analysis in Sports Medicine, which pooled the direct comparisons and found unilateral and bilateral resistance training produced comparable muscle growth and comparable gains in dynamic strength. [2] In plain terms: for growing a muscle, it is not the deciding factor — progressive overload and effort still are. Pick the version you will train hard and consistently.

Transfer is where the two diverge, and the divergence is specific. Zhang and colleagues' 2023 meta-analysis in Frontiers in Physiology compared the two on physical performance outcomes and found each mode carries over best to tasks that resemble how you trained. [3] Liao and colleagues' 2022 review in Biology of Sport went further, reporting that unilateral training transferred well to jumping, sprinting and change-of-direction speed — the single-leg actions of most sports. [5] And Speirs' 2016 trial in academy rugby players found unilateral squat training matched bilateral squatting for strength while showing a slight edge on sprint and agility measures. [1]

The honest read: both build muscle, and if raw maximal strength is the goal, heavy bilateral lifts remain the most efficient tool because you can load them far heavier. Unilateral work earns its keep on symmetry, single-leg carryover and joint-friendliness — a complement to the big lifts, not a substitute for them.

The bilateral deficit, explained

The bilateral deficit is the observation that force produced by both limbs together is often less than the sum of each limb tested on its own. If your left leg presses 100 kg and your right presses 100 kg alone, both together may only manage around 180 kg rather than 200. It is one reason single-limb totals can surprise you.

Skarabot and colleagues' 2016 review in the European Journal of Applied Physiology laid out what drives it. [4] The deficit is more consistent in dynamic movements than in isometric holds, and the leading explanations are neural — a form of interhemispheric inhibition where firing both sides at once slightly dampens each — plus mechanical factors, such as the higher shortening velocities involved when both limbs move together in a jump.

Two practical takeaways fall out of this. First, adding the load your left and right sides can each lift alone will overestimate what you can do bilaterally, so do not expect the numbers to add up cleanly. Second, the review notes that training which emphasises unilateral actions tends to increase the deficit, while bilateral-focused training reduces it — a reminder that your body adapts to the exact style you practise. That is an argument for keeping both in the program rather than picking a camp.

When should you prioritize unilateral work?

Lean into unilateral training when you have a clear left-right imbalance, when you play a single-leg sport, when your spine or knees do not love heavy barbell loading, or when your equipment is limited. In those situations single-limb work is not just a nice add-on — it is often the most direct tool for the job.

  • You have a measurable imbalance. A weaker or previously injured side that keeps losing ground on bilateral lifts needs dedicated single-limb volume to catch up. Lead every set with the weak side and cap the strong side to match.
  • You are an athlete. Running, cutting and jumping are single-leg actions. The reviews above show single-leg training transfers well to sprint and change-of-direction speed, [5] so it belongs in most athletic programs alongside the heavy lifts.
  • Heavy barbell loading bothers you. If a loaded spine or a grumpy knee limits your squats, single-leg work lets you train the legs hard with a fraction of the axial load.
  • Your equipment is limited. Because each limb works alone, a single pair of dumbbells — or just bodyweight — is enough to keep progressing. Home and travel training is where unilateral work shines.

If none of those apply and pure barbell strength is your priority, you can keep unilateral work light — a set or two of accessory single-leg or single-arm movement per session is plenty to maintain symmetry without stealing recovery from the big lifts.

The best unilateral exercises by muscle

The most useful unilateral exercises are the Bulgarian split squat and walking lunge for the quads and glutes, the single-leg Romanian deadlift for hamstrings and glutes, the single-arm dumbbell row for the back, and the single-leg calf raise for the calves. Each one lets a lagging side work at its own strength.

The single-leg Romanian deadlift deserves a special mention. It pairs a hip hinge with a genuine balance challenge, so it trains the hamstrings and glutes while also teaching your ankle and hip to stabilise — carryover you never get from the barbell version. How do you program unilateral work with bilateral lifts?

The simplest approach is to anchor each session with a heavy bilateral lift, then follow it with a unilateral movement for the same pattern. Squat, then split squat. Deadlift, then single-leg RDL. Bench or row, then single-arm work. This keeps the load-driving strength from the barbell and layers symmetry and stability on top.

Do your heavy bilateral work first, while you are fresh and can move real load. Then bring in the unilateral exercise for higher reps — usually 8-15 per side within a couple of reps of failure. Always start the weaker limb, and cap the stronger limb at whatever the weak side managed; over weeks, that discipline is what closes the gap. Here is a straightforward weekly template.

Count reps per limb, not the total — three sets of ten per leg is thirty reps a leg, and that volume adds up in your weekly total for the quads and glutes. What are the common mistakes with unilateral training?

The usual mistakes are starting with the strong side, chasing load at the expense of balance, cutting the range of motion short, and treating single-limb work as a full replacement for heavy bilateral lifts. Each one quietly cancels out the reason you added unilateral training in the first place.

  • Starting on your strong side. — Always lead with the weaker limb and match its reps on the strong side. If your left does 8, your right does 8 — no more. That is how the gap actually closes.
  • Chasing load and losing balance. — If you are wobbling or your torso is twisting, the weight is too heavy. Unilateral work is about control per limb, not the biggest dumbbell in the rack.
  • Cutting the range short. — Half-depth lunges and split squats leave most of the benefit on the table. Sink until the back knee is near the floor and drive through the full range.
  • Dropping heavy bilateral lifts entirely. — Single-leg work is a complement, not a replacement. You still need the squat, deadlift and press to load the body heavily for raw strength.
  • Ignoring the free hand or foot. — A light touch on a rack for balance is fine; hanging your bodyweight on it is not. Use support to stay upright, not to move the weight for you.
  • Never testing for imbalance. — If you never compare sides, you never know if a gap is closing. Note reps and load per limb in your log and check the difference every few weeks.

None of these are complicated to avoid. Lead with the weak side, keep the load controllable, use full range, and keep squatting and deadlifting for raw strength. Do that and unilateral work does exactly what it is good at: it evens you out and makes the big lifts safer to keep pushing.
