How do you do the dumbbell bench press?

To do the Dumbbell Bench Press: sit on the end of a flat bench holding a dumbbell in each hand, and rest them upright on your thighs, close to your knees; kick each dumbbell up one at a time with the help of your knee as you lie back, ending with both dumbbells at shoulder level and your feet planted on the floor; pull your shoulder blades back and down, plant your feet firmly, and position the dumbbells just outside your chest with your palms facing your feet (or angled slightly in); press both dumbbells up and slightly toward each other until your arms are extended above your chest, without letting the weights touch or clank together.

  1. Sit on the end of a flat bench holding a dumbbell in each hand, and rest them upright on your thighs, close to your knees.

What are the key dumbbell bench press form cues?

Shoulder blades
Keep them retracted and depressed for the entire set — this protects the shoulders and gives the dumbbells a stable base to press from.
Elbow angle
Tuck elbows to about 45–75° from your torso at the bottom. Flaring to 90° stresses the shoulder joint and weakens the press.
Bar path
Each dumbbell moves in a slight arc — down and out to the sides of the chest, up and slightly in over the shoulders. Don't press them together at lockout; stop just short of touching.
Depth of stretch

Breathing & tempo: Take a big breath and brace as you press the dumbbells to the start position, hold it as you lower them, and exhale forcefully as you press up through the hardest part of the rep. A controlled 2–1–1 tempo (2s down, 1s pause at the stretch, 1s up) builds control and keeps tension on the chest instead of the joints.

How should you warm up for the dumbbell bench press?

Before your working sets, do a set of 12–15 reps with a light, easy-to-control pair of dumbbells to groove the path and feel the stretch, then ramp up in 2–3 sets — for example roughly 50%, 70% and 85% of your working weight — resting fully before your first work set. Band pull-aparts or face pulls beforehand help prime the upper back and rotator cuff for the extra stabilization demand.

What are the most common dumbbell bench press mistakes?

  • Clanking the dumbbells together at the top — Stop just short of touching at lockout. Banging them together kills tension on the chest and can throw off your balance mid-set.
