How grip and angle change muscle activation

Electromyography (EMG) research on rowing exercises shows that scapular position and torso support change how the back muscles are recruited. These are study-level, approximate findings -- use them to guide technique, not as an exact number for any one lifter.

  • Fixed (chest-supported) vs. free scapular position: A 2025 high-density EMG study found a fixed scapular position, as on a chest-supported row, increased posterior deltoid activity during the pull and lat/mid-trap activity during the lowering phase compared to free scapular movement.

How do you do the machine row?

To do the Machine Row: adjust the seat height so the chest pad sits at roughly mid-chest and the handles are level with your torso when your arms are extended; sit or kneel into the machine and press your chest firmly against the pad, keeping your spine tall and neutral; grip the handles with your arms fully extended and shoulder blades allowed to protract slightly at the stretch; initiate the pull by driving your elbows back and retracting your shoulder blades, then bend your elbows to bring the handles to your torso.

Chest contact
Keep your chest pressed against the pad for the entire set -- if it lifts off, the weight is too heavy or you're using momentum.
Shoulder blades first
Let the shoulder blades protract at the stretch and retract at the finish -- the movement starts and ends at the scapula, not the hands.
Elbow path
Keep your elbows tracking close to your torso on a neutral or close grip to bias the lats; let them rise higher on a wide grip to bias the rear delts and traps.

Do 1-2 light sets of 12-15 reps at roughly 40-50% of your working load to groove the scapular motion, then step up over 1-2 sets toward your first work set -- for example 60% x 8 -- resting 60-90 seconds between warm-up sets.
