What is Anterior Chain?

The anterior chain is a training term for the muscles on the front of the body that work together - the quadriceps, hip flexors, abdominals, pectorals, and anterior deltoids. They drive knee extension, hip flexion, trunk flexion, and pushing, and dominate movements like squats, presses, and sprint drive.

What is Anterior Chain?

The anterior chain is not a single anatomical structure but a coaching label for the muscles on the front of the body that tend to work together across joints. Reading from the bottom up, it typically includes the quadriceps on the front of the thigh, which extend the knee; the hip flexors - chiefly the iliopsoas - which lift the thigh toward the trunk; the rectus abdominis and the front of the obliques, which flex and brace the trunk; the pectoralis major across the chest, which drives horizontal and forward pushing; and the anterior deltoids at the front of the shoulders, which flex and press the arm forward and overhead. Some coaches also fold in the neck flexors and the tibialis anterior at the shin. The idea of a chain is that these muscles connect through joints and fascia to produce and control movement on the front side of the body: extending the knee, flexing the hip, curling the trunk, and pushing objects away or overhead. Thinking in chains is useful for programming because it groups muscles by shared function rather than by isolated appearance. When you squat, press, sprint, or throw, the anterior chain contributes the pushing and forward-driving forces, while the posterior chain on the back of the body provides the pulling and hip-extending forces. Balancing training between the two chains is a common way coaches avoid the strength imbalances and postural issues that come from over-emphasizing the muscles you can see in a mirror.

How it works

Functionally, the anterior chain generates the forces that push the body or an object forward, up, and away, and that lift the thigh and curl the trunk. In the lower body, the quadriceps - the four-headed muscle group of the front thigh - straighten the knee against resistance, which is the driving action of a squat, leg press, lunge, or the push-off phase of a sprint. The rectus femoris, one of the quad heads, also crosses the hip and helps flex it, linking the quads to the hip flexors above. The iliopsoas and its neighbors flex the hip, pulling the knee toward the chest in leg raises, running, and stair climbing. In the trunk, the rectus abdominis flexes the spine and, just as importantly, resists extension so the pelvis and ribcage stay connected while the limbs work. In the upper body, the pectoralis major drives the arms forward and across the body in a bench press, push-up, or dip, while the anterior deltoids raise and press the arms overhead. Because these muscles cross different joints, they rarely act in isolation during real movement; a squat, for example, loads the quads heavily but also demands trunk bracing from the abs, and a sprint links quad drive, hip flexion, and trunk stability in rapid sequence. Training the anterior chain therefore blends compound lifts that load several of these muscles at once with targeted work for individual muscles. Squats, leg presses, and lunges build the quads; bench and overhead pressing build the chest and front delts; leg raises and crunches build the abs; and drills that flex the hip under load train the hip flexors. A common training pitfall is over-developing the anterior chain relative to the posterior chain - many people press and squat far more than they hinge and pull - which can leave the hamstrings, glutes, and upper back lagging. How to apply it

  • Squat for the quads: Back squats, front squats, and leg presses are the backbone of quad development, loading knee extension under heavy resistance. Train them across 5-12 reps with progressive load, and use a full range of motion to reach the deep knee flexion that drives growth.
  • Press for chest and front delts: Bench press, incline press, and overhead press build the pectorals and anterior deltoids through horizontal and vertical pushing. Rotate flat and incline angles, work 5-12 reps, and keep the shoulder blades set to protect the shoulder joint.
  • Add quad-biased accessories: Leg extensions, Bulgarian split squats, and cyclist squats target the quads with less systemic fatigue than heavy barbell squats. They are useful for adding volume, chasing the rectus femoris, and bringing up lagging thighs in the 10-15 rep range.
  • Train the abs and hip flexors: Hanging leg raises and reverse crunches load hip flexion and trunk flexion together, tying the front of the trunk to the hip flexors. Control the movement and curl the pelvis rather than swinging the legs to keep tension where you want it.
  • Balance with the posterior chain: For every heavy push and squat, program hinges and pulls - deadlifts, rows, hip thrusts. Keeping anterior and posterior work roughly balanced prevents the muscle imbalances and postural issues that come from training only the muscles you see in the mirror.
  • Use both closed and open-chain work: Squats and presses (closed and compound) build coordinated strength; leg extensions and cable work (more isolated) target single muscles and manage joint stress. Types

Lower anterior chain

Quadriceps and hip flexors (iliopsoas). Extend the knee and flex the hip, driving squats, lunges, leg raises, running, and jumping.

Trunk anterior chain

Rectus abdominis and the front of the obliques. Flex and brace the trunk, linking the pushing of the upper body to the driving of the lower body.

Upper anterior chain

Pectoralis major and anterior deltoids. Push the arms forward, across the body, and overhead in presses, push-ups, and dips.

A sample anterior-chain-focused day that trains the quads, chest, front delts, and abs together, the way a push or lower-push session might look. Pair it later in the week with a posterior-chain day of hinges and pulls so the front and back of the body stay in balance.

The two chains are antagonists that should be trained in rough balance. Over-emphasizing the anterior chain - a common mistake - can leave the posterior chain weak and the posture rounded forward.

By goal

  • Strength / power athletes: Build heavy squat and press strength for the front-of-body drive that powers jumping, sprinting, and pushing. Keep anterior work balanced with equally heavy hinging and pulling so total-body force production and joint health stay intact.
  • Physique / hypertrophy lifters: Give the quads, chest, and front delts dedicated volume across multiple angles and rep ranges. Watch the common trap of over-training mirror muscles; pair every push and squat block with matching posterior-chain volume for a balanced look.
  • Rehab / posture: Tight hip flexors and dominant chest and front delts are common in desk-bound people. Train the anterior chain through full range while deliberately strengthening the opposing posterior muscles and mobilizing the hip flexors to restore balanced posture.

Common misconceptions

  • "The anterior chain is a single muscle or a specific anatomical structure." It is a coaching label, not one muscle. It groups the front-of-body muscles - quads, hip flexors, abs, chest, front delts - that share the job of pushing, flexing the hip, and flexing the trunk, so they can be programmed together.
  • "You should train the anterior chain more because it does the pushing." Over-emphasizing front-of-body muscles is one of the most common training imbalances. Balanced anterior and posterior work protects posture and joints. Most people already push and squat more than they hinge and pull, not less.
  • "Squats only train the quads." Squats are quad-dominant but also load the glutes, adductors, and the whole trunk, which braces hard to keep you upright. The exact emphasis shifts with stance, bar position, and depth, so squats are far more than an isolated quad exercise.
  • "Front delts need lots of direct isolation work." The anterior deltoids get heavy stimulation from every bench and overhead press. Most lifters already train them plenty through pressing, so piling on extra front-raise volume is usually unnecessary and can worsen a front-dominant shoulder imbalance.
