How do you do the barbell back squat?

To do the Barbell Back Squat: set the bar in a rack at roughly mid-chest height and load your plates evenly; step under the bar and position it across your upper back — traps for a high-bar squat, rear delts for a low-bar squat — then grip it slightly wider than shoulder-width; unrack the bar with your legs, take two or three steps back, and set your feet shoulder-width apart with toes turned out 15–30 degrees; take a big breath, brace your core, and break at the hips and knees together, pushing your knees out in line with your toes as you descend.

Bracing
Take a deep breath into your belly and brace like you're about to take a punch before you unrack — hold that brace for the whole rep.
Knee tracking
Push your knees out in the direction of your toes as you descend. Letting them cave inward reduces power and stresses the knee joint.
Bar path
Keep the bar stacked directly over your mid-foot from top to bottom — a bar that drifts forward pulls you onto your toes and stresses your lower back.
Depth
Squat until your hip crease is below the top of your knee (below parallel). Stopping short trains a shorter range and undercounts as a full rep in competition.
Chest position
Keep your chest up and proud through the descent and ascent. A collapsing chest turns the squat into a forward-leaning good morning.

Breathing & tempo: Take a big breath and brace before you break at the hips, hold that brace (Valsalva) through the descent and the hardest part of the ascent, then exhale once you're past the sticking point. A controlled 2–1–1 tempo (2s down, 1s pause in the bottom, 1s up) builds positional control before you add weight.

How should you warm up for the barbell back squat?

Before your working sets, do a few minutes of hip and ankle mobility work (bodyweight squats, deep goblet squat holds), then ramp up in 3–5 sets — for example bar only × 10, 40% × 5, 60% × 3, 80% × 2 — resting fully before your first working set. Groove your bar path and depth on every warm-up set rather than rushing to the top weight.

What are the most common barbell back squat mistakes?

  • Knees caving inward (valgus) — Actively push your knees out toward your toes on the way down and up. Cue 'spread the floor' and strengthen the glute medius with band walks if this persists.
  • Rounding or losing the lower back at the bottom (butt wink) — Brace harder before you descend and stop your depth just above the point where your pelvis tucks under — mobility work over time can extend that range.
  • Hips shooting up first out of the hole (good morning squat) — Drive your hips and shoulders up together. Cue 'chest up' and keep the bar over your mid-foot rather than letting your hips lead the ascent.
  • Squatting to a shallow, above-parallel depth — Work on ankle and hip mobility and drop the weight if needed to hit hip-crease-below-knee depth on every rep — partial squats overload the wrong range.
  • Heels lifting off the floor — Keep weight spread across your whole foot, not just your toes. Squat shoes with a raised heel or a small heel wedge can help if ankle mobility is limiting you.

RPE / RIR: If you prefer autoregulation over fixed percentages, keep most working sets at RPE 7–8 (2–3 reps in reserve). Save RPE 9–10 (0–1 reps in reserve) for occasional top sets or testing days, and back off to RPE 6–7 during lighter or deload weeks — the squat's high systemic fatigue makes it easy to overreach.

Most lifters get the best results squatting 2–3 times per week, since frequent practice reinforces the technique.
