Front Squat

The front squat is a compound squat exercise that primarily works the quadriceps, with the glutes, adductors and upper back assisting to hold the front-rack position. What muscles does the front squat work?

How grip and angle change muscle activation

Electromyography (EMG) research comparing front and back squats at matched relative loads, as reviewed by Barbell Medicine, shows the front squat drives similar or slightly higher quadriceps activation with a more upright torso. These are approximate findings from small lifter samples — use them to understand the pattern, not as exact numbers.

How do you do the front squat?

To do the Front Squat: set the bar in a rack at roughly chest height and load your plates evenly; grip the bar just outside shoulder-width, rotate your elbows up and forward, and rest the bar across your front deltoids and collarbones — fingertips lightly under the bar, not gripping it for support; unrack the bar with your elbows held high, step back two or three steps, and set your feet shoulder-width apart with toes turned out slightly; take a big breath, brace your core, and break at the hips and knees together, keeping your elbows up and chest tall as you descend.

What are the key front squat form cues?

Elbows up
Keep your elbows pointing forward and up throughout the entire rep. The instant they drop, the bar rolls forward off your shoulders and pulls your torso down with it.
Bar shelf, not grip
The bar should rest on the muscular shelf created by your raised elbows and front delts — your fingers just hook the bar lightly to keep it from rolling, they aren't holding the weight.
Torso height
Stay as upright as your ankle and hip mobility allow. Any meaningful forward lean spills the bar off your shoulders, unlike a back squat where some lean is normal.
Knee travel
Let your knees travel forward over your toes as you descend — this is normal and necessary for the front squat's upright position, not a fault to fix.
Bracing
Take a full breath into your belly and brace hard before you descend. A stiff, pressurized torso is what keeps the bar from pulling you into a forward fold.

Breathing & tempo: Take a big breath and brace before you break at the hips, hold it through the descent and the hardest part of the ascent, then exhale once you're past the sticking point near the top. A controlled 2–1–1 tempo (2s down, 1s pause, 1s up) builds positional control and keeps the elbows from dropping under fatigue.

How should you warm up for the front squat?

Spend a few minutes on wrist, shoulder and ankle mobility before loading the bar — wrist circles and a rack-position hold with an empty bar go a long way. Do an empty-bar set of 8–10 reps to groove the rack position and upright torso, then ramp up in 3–4 sets — for example 40% × 5, 60% × 3, 80% × 2 — resting fully before your first work set. If your wrist mobility limits the clean grip, warm up in straps or a cross-arm grip so you can focus on the squat pattern itself.

What are the most common front squat mistakes?

  • Letting the elbows drop — Actively drive your elbows up and forward for every rep. If they start sagging, the bar rolls forward and you lose the rack — cue 'elbows to the ceiling' before you descend.
  • Using a death-grip on the bar instead of the shelf — Rest the bar on your front delts and let your fingers hook it lightly. Gripping hard with the fingers fatigues the forearms and does nothing to hold the bar in place.
  • Forcing a clean grip you don't have the mobility for — If wrist or shoulder mobility won't allow a full clean grip without elbows dropping, use lifting straps or a cross-arm grip until mobility improves — a compromised clean grip is worse than a solid alternative grip.
  • Leaning forward under load — Keep the torso as vertical as possible. If you feel yourself folding forward, the load is too heavy for your current mobility or bracing — reduce the weight and rebuild the upright pattern.
  • Squatting to a shallow depth — Squat until your hip crease drops below the top of your knee. Stopping high trains a shorter range and shortchanges the quad and glute work the front squat is best at.

Why does the front squat hurt — and how do you fix it?

Is the front squat safe?

The front squat is safe for most healthy lifters with adequate wrist, shoulder and ankle mobility, when you keep the elbows high, the torso upright, and either bail the bar forward or use safety pins set at rack height. Most front squat injuries trace back to a mobility shortfall forced into a heavy rack position, not the movement itself.

Spotting: A spotter helps less on the front squat than the back squat because a failed rep is usually bailed forward, away from the body. Safety pins or bars set just below your working depth are the more reliable safety net for solo training.
