What is Bench Press?

The bench press is an upper-body compound exercise performed lying on a flat bench in which you lower a barbell to your chest and press it back up to straight arms, building strength and size in the chest, shoulders, and triceps.

What is Bench Press?

The bench press is a compound exercise performed lying on your back on a flat bench, where you lower a loaded barbell to your chest and press it back up to full arm extension. The flat barbell version is the most common in gyms and the version contested in powerlifting, while incline, decline, and dumbbell variants shift the emphasis across the chest and shoulders. It is trained both as a general upper-body strength and hypertrophy staple and as one of the three competition lifts in powerlifting, alongside the squat and deadlift — and for many lifters it's the single most-tracked number in their training log, since it's easy to test and compare session to session.

How it works

The bench press works by having you unrack the bar, lower it under control to touch the chest around the nipple line, then press it back to lockout. The pectoralis major and anterior deltoid produce horizontal shoulder adduction to drive the bar off the chest, while the triceps brachii extend the elbows to finish the lockout, and the pectoralis minor and serratus anterior help stabilize the shoulder blade throughout. Grip width and bar path change the balance of muscle emphasis — a narrower grip shifts more work onto the triceps, while a wider grip shortens the range of motion and can emphasize the chest slightly more. Leg drive and scapular retraction stabilize the torso against the bench and improve force transfer into the bar, which matters most in a competitive-style setup with a tight arch, since a stable base lets more of the force generated by the upper body actually move the weight instead of being lost to an unstable trunk.

Types

Flat barbell bench press

The standard version and the competition lift — flat bench, barbell, full range of motion to the chest.

Incline bench press

Bench angled roughly 15-45 degrees; shifts more emphasis to the upper chest and front delts.

Close-grip bench press

Hands just inside shoulder width; increases triceps involvement and can reduce shoulder strain for some lifters.

Paused bench press

A full stop on the chest before pressing, exactly as required in competition — removes the rebound out of the bottom and builds strength off a dead stop.

Because the bench press tends to progress more slowly than the squat for most lifters, smaller and less frequent jumps (2.5 kg every 1-2 weeks) are common once the easy early gains slow down.

Most well-rounded upper-body programs include both — the bench for maximal horizontal pressing strength, the overhead press for shoulder strength and stability.

By goal

  • Beginners: Learn the flat barbell bench press with a moderate, controlled arch and full range of motion before chasing heavier singles.
  • Hypertrophy-focused lifters: Rotate flat, incline, and dumbbell pressing across a week to hit the whole chest through varied angles.
  • Competitive powerlifters: Practice the exact competition command sequence — pause on the chest, wait for the press command, lock out fully without thrusting the hips or shoulders off the bench.

Common misconceptions

  • "A wider grip always builds more chest." EMG research shows differences in muscle activation between grip widths are modest; a narrower grip mainly shifts more work onto the triceps rather than reducing chest involvement much.
  • "You should bounce the bar off your chest for more power." Bouncing reduces control and is not allowed in competition, where the bar must pause motionless on the chest — a controlled touch builds more usable strength off a dead stop.
  • "The bench press only trains the chest." The lift also heavily loads the triceps and front deltoids, and the lats, upper back, and legs contribute significant stabilizing force, especially in a competitive-style arched setup.

What muscles does the bench press work?

How wide should my grip be on the bench press?

A shoulder-width-to-moderately-wide grip is standard for most lifters. Narrowing the grip shifts more work onto the triceps, while a wider grip (up to the marked maximum in competition) shortens the range of motion slightly and can emphasize the chest more.

What are the official rules for a competition bench press?

Under IPF technical rules, the bar must pause motionless on the chest, the lifter's elbows must be locked before the start command, and the bar is pressed to lockout without any upper-body thrust initiating the movement.

Why is my bench press progressing slower than my squat?

The bench press typically involves smaller stabilizing muscle groups and less overall body mass than the squat, so it usually responds to smaller, less frequent weight jumps — this is normal and expected, not a sign anything's wrong.

Is the bench press bad for your shoulders?

Performed with a controlled range of motion, appropriate grip width, and adequate warm-up, the bench press is not inherently harmful to the shoulders — most shoulder issues stem from rapid load jumps or poor scapular control rather than the lift itself.

Should I arch my back on the bench press?

A moderate arch that keeps the glutes on the bench and shoulder blades pulled together is standard technique, since it shortens the range of motion slightly and creates a more stable base — the exaggerated arch seen in competitive powerlifting is an advanced skill, not a requirement for general training.
