What is Calves?

The calves are the muscles on the back of the lower leg, chiefly the two-headed gastrocnemius and the deeper soleus, which join into the Achilles tendon and attach to the heel. Together they plantarflex the ankle, pointing the foot down, and the gastrocnemius also helps flex the knee.

What is Calves?

The calves are the muscles that form the back of your lower leg, between the knee and the heel. Two muscles do most of the work and shape. The gastrocnemius is the large, visible muscle that gives the calf its rounded diamond shape; it has two heads, an inner (medial) and an outer (lateral), that start just above the knee on the femur. Beneath it lies the soleus, a broad, flat, powerful muscle that starts on the shin and fibula below the knee. These two, often grouped with the small plantaris and collectively called the triceps surae, merge into the Achilles tendon, the thick cord you can feel at the back of the ankle, which anchors to the heel bone. Their shared job is plantarflexion: pointing the foot down, the movement that lets you rise onto your toes, push off when you walk or sprint, and absorb force each time your foot hits the ground. The calves are working muscles that carry your bodyweight all day, so they are naturally quite enduring, especially the soleus, which is rich in slow-twitch fibers and acts almost like a postural muscle keeping you upright. Because the gastrocnemius crosses the knee as well as the ankle, and the soleus crosses only the ankle, the two respond to training differently depending on whether your knee is straight or bent. That single fact explains why serious calf training uses both standing raises (straight knee) and seated raises (bent knee). Calves have a reputation for being stubborn to grow, partly because they are already well-used and partly because people often train them with short, bouncy reps.

How it works

The calves plantarflex the ankle, and the way they do it depends on the position of the knee. The gastrocnemius originates on the femur, above the knee: the medial head from the medial femoral condyle and the lateral head from the lateral femoral condyle. Because it crosses both the knee and the ankle, it is a two-joint muscle that plantarflexes the ankle and also assists knee flexion. The soleus originates below the knee, on the back of the tibia and fibula, so it crosses only the ankle and does one thing: plantarflex. Both muscles funnel into the Achilles tendon and pull on the heel to lift it, which is how you rise onto your toes or drive off the ground. The knee angle is the crucial training variable. When the knee is straight, the gastrocnemius is at a good length and contributes strongly to plantarflexion, so a standing calf raise trains both the gastrocnemius and the soleus. When the knee is bent, as in a seated calf raise, the gastrocnemius is shortened and slackened over the knee and can produce far less force, so the soleus takes over most of the work. Research on the triceps surae torque-size relationship confirms that knee position shifts how much each muscle contributes, which is why you cannot fully develop the calves with one exercise alone. The Achilles tendon and the stretch-shortening cycle also play a big role: the calves store and release elastic energy each stride, which is efficient for running but means bouncy, short-range calf raises let the tendon do the work instead of the muscle. To grow the calves you want a full range of motion, a deep stretch at the bottom with the heel dropped below the platform, a controlled pause, and a full rise onto the toes at the top. The tibial nerve (spinal levels S1 and S2) drives both muscles. Fiber type differs: the soleus is heavily slow-twitch and fatigue-resistant, while the gastrocnemius has a more mixed make-up suited to explosive push-off. This means the soleus tolerates and may benefit from higher reps and frequent work, while the gastrocnemius responds to both moderate and higher rep ranges provided the range is full and the muscle, not the tendon, is loaded.

How to apply it

  • Standing calf raise for the gastrocnemius: With the knee straight the gastrocnemius is fully engaged, so standing raises are the main gastrocnemius builder. Drop the heel for a deep stretch, pause, then rise all the way onto the toes. Use a controlled tempo in the 8-15 rep range and avoid bouncing.
  • Seated calf raise for the soleus: Bending the knee slackens the gastrocnemius so the soleus does most of the work. Seated calf raises are the best way to target it. Because the soleus is fatigue-resistant, higher reps of 12-20 with a full range and a stretch pause tend to work well.
  • Use a full range of motion: The biggest calf-training mistake is a short, bouncy range. Let the heel sink well below the platform for a deep stretch, then press up to a full contraction on the toes. Loading the stretched position and controlling the descent grows the muscle rather than loading the Achilles tendon.
  • Slow the tempo and pause: The calves store elastic energy, so quick reps let the tendon rebound and rob the muscle of tension. Pause a beat in the deep stretch and control the way down. A two-second lowering phase and a brief hold at the bottom keep tension where you want it.
  • Train them often: Calves recover quickly and are used to daily work, so many lifters grow them faster with higher frequency, two to four times a week. Spread your sets out rather than doing them all in one brutal session, and keep every set through a full, controlled range.
  • Progress load and reps: Stubborn calves usually reflect too little progressive overload, not bad genetics alone. Add weight or reps over time and take sets close to failure, since the endurance-oriented soleus in particular needs real effort. Track your loads so the numbers actually climb week to week.

Types

Gastrocnemius

The large, visible two-headed muscle that shapes the calf. Crosses the knee and ankle, so it plantarflexes the ankle and assists knee flexion. Best trained with a straight knee.

Soleus

The broad, flat, powerful muscle beneath the gastrocnemius. Crosses only the ankle and is heavily slow-twitch. Best trained with a bent knee, as in the seated calf raise.

Plantaris

A small, thin muscle with a long tendon running between the gastrocnemius and soleus. It contributes little force and is absent in some people; often grouped with the triceps surae.

Worked example

A calf plan that covers both muscles by using a straight knee and a bent knee, plus a full-range movement on the leg press. Loads and reps are examples for an intermediate lifter; scale to your own strength and progress each week.

  • Size and physique: Train both the gastrocnemius (standing) and soleus (seated) with a full range, deep stretch, and controlled tempo. Because calves recover fast, higher frequency of two to four sessions a week and honest progressive overload usually beat one hard weekly blast.
  • Runners and athletes: Strong calves and a resilient Achilles tendon improve push-off and absorb landing forces. Include heavy, full-range raises and some slow eccentric work to build tendon capacity, and progress running volume gradually to avoid Achilles and calf overload.
  • Rehab and Achilles health: Slow, heavy calf raises through a full range, both straight- and bent-knee, are a cornerstone of Achilles tendon rehab. Build load tolerance gradually, keep the tempo controlled, and respect tendon pain rather than bouncing through it.

Common misconceptions

  • "One calf exercise trains the whole calf." Knee angle changes which muscle works. A straight knee loads the gastrocnemius, a bent knee shifts the work to the soleus. Training only standing or only seated raises leaves one of the two main calf muscles under-stimulated, so you need both positions.
  • "Calves are all genetics and cannot grow." Genetics affect muscle-belly length and potential, but stubborn calves usually reflect short, bouncy reps and too little progressive overload. Full-range, controlled, progressively heavier training over months grows most people's calves, even if the ceiling varies from person to person.
  • "High reps are the only way to train calves." The soleus is fatigue-resistant and responds well to higher reps, but the gastrocnemius grows across a range of rep schemes. What matters most is a full range, real tension in the stretch, and progressive load, not simply piling on endless bouncy reps.
  • "Bouncing out of the bottom builds bigger calves." Bouncing lets the Achilles tendon store and release elastic energy, so the muscle does less work. A deep stretch, a brief pause, and a controlled rise keep tension on the muscle, which is what actually drives calf growth.
