What is Soleus?
The soleus is the large, flat muscle that sits in the deep layer of the back of the lower leg, directly underneath the more visible gastrocnemius. Together the soleus and the two heads of the gastrocnemius form the triceps surae, the muscle group most people simply call the calf. Where the gastrocnemius gives the calf its rounded, diamond shape near the top, the soleus is broader and runs lower down the leg, so a well-developed soleus adds width and thickness to the lower calf that no amount of gastrocnemius work can create. The two muscles share a common tendon - the Achilles - which anchors into the heel bone. The defining anatomical feature of the soleus is where it does not attach. Unlike the gastrocnemius, which crosses both the knee and the ankle, the soleus originates below the knee joint on the tibia and fibula, so it crosses the ankle only. That single fact explains almost everything about how the muscle behaves: its function does not change when you bend or straighten your knee, and it becomes the dominant calf muscle in any bent-knee position. The soleus is also one of the most postural muscles in the body. It is packed with slow-twitch, fatigue-resistant fibers and works quietly for hours at a time to stop your body from toppling forward when you stand. Some anatomists nickname it the second heart because its rhythmic contractions squeeze the deep leg veins and help pump blood back up toward the chest against gravity.
How it works
The soleus originates from the posterior surface of the head and upper third of the fibula, the soleal line and middle third of the medial border of the tibia, and a fibrous tendinous arch that bridges those two bones. Its fibers converge into a broad aponeurosis that merges with the gastrocnemius tendon to form the Achilles (calcaneal) tendon, which inserts on the posterior surface of the calcaneus, the heel bone. When the soleus shortens, it pulls the heel upward and points the foot down - the movement called plantarflexion. It is supplied by the tibial nerve, with roots mainly at S1 and S2. The key to using the soleus in training is the knee angle. The gastrocnemius crosses the knee, so bending the knee shortens and slackens it, sharply reducing how much force it can produce - a principle called active insufficiency. The soleus does not cross the knee, so it keeps working at full capacity no matter what the knee is doing. That is why a seated calf raise, performed with the knee bent to roughly 90 degrees, biases the load toward the soleus, while a straight-leg standing calf raise shares more of the work with the gastrocnemius. In everyday movement the soleus is the workhorse. During quiet standing it fires continuously to control the forward sway of the shin over the planted foot, effectively holding you upright. During walking and running it provides much of the propulsive push-off and absorbs load as the foot meets the ground, and its endurance is a major limiter of how far and how efficiently you can move. Because it is dominated by slow-twitch type I fibers, the soleus resists fatigue well but responds best to higher training volumes, longer time under tension and slightly higher rep ranges than fast, explosive muscles - it is simply not built to move heavy loads for one or two reps the way a more fast-twitch muscle is.
How to apply it
- Prioritize bent-knee work: Seated calf raises, with the knee bent near 90 degrees, take the gastrocnemius out of the equation and load the soleus directly. Make these a staple if lower-calf thickness or standing and walking endurance is your goal.
- Use higher reps and long sets: Because the soleus is mostly slow-twitch, it often responds well to 12-20+ reps and sets pushed close to failure. Do not be afraid of high-rep sets of 20-30 for a burning, endurance-style stimulus.
- Control the full range of motion: Sink into a deep stretch at the bottom, pause, then drive all the way up onto the balls of the feet. A big range under load builds calves better than short, bouncy partial reps.
- Add a pause and slow tempo: The calf loves to cheat with the stretch-shortening bounce. A one to two second pause at the bottom and a slow lowering phase remove that elastic assist and force the soleus to do the work.
- Train it frequently: Fatigue-resistant fibers recover quickly, so the soleus tolerates and often benefits from being trained two to four times per week rather than once. Spread your calf volume across the week.
- Progress the load over time: High reps still need progressive overload. Add weight, reps or sets steadily. When 20 reps feels easy, add resistance rather than drifting into endless easy sets that no longer challenge the muscle.
Types
Soleus (with gastrocnemius)
The soleus is one of three heads of the triceps surae; the gastrocnemius contributes the medial and lateral heads. All three share the Achilles tendon.
Postural (slow-twitch) role
Dominated by type I fibers, the soleus is a tonic, endurance muscle that stabilizes the ankle during standing and provides sustained propulsion in walking and running.

A simple weekly calf plan that hits the soleus hard with bent-knee work while still training the gastrocnemius. Two sessions, a mix of rep ranges, full range of motion and a bottom pause on every rep. Loads are examples - pick a weight that makes the last few reps genuinely difficult.

The seated variations carry most of the soleus workload because the bent knee removes gastrocnemius help. Keep every rep controlled with a full stretch and a pause at the bottom, and add load once the top of each rep range stops being challenging.

The two muscles are partners, not rivals: the gastrocnemius handles fast, powerful movement with a straight knee, while the soleus dominates bent-knee positions and sustained, postural work. Training both, in their preferred knee positions, is what builds a complete, thick calf.
By goal
- Strength and power athletes: A strong soleus stabilizes the ankle under heavy squats and helps absorb landing forces in jumping and sprinting. Include heavier seated calf raises in the 8-15 rep range and treat calves as a real lift, not an afterthought.
- Physique and hypertrophy lifters: The soleus fills out the lower and side calf that the gastrocnemius cannot reach. Prioritize seated calf raises, use full range of motion, high volume and frequency, and be patient - calves are stubborn and grow slowly.
- Runners and rehab / injury prevention: The soleus takes enormous load in running and is a common site of strain and Achilles-related problems. Build its endurance with high-rep, bent-knee calf raises, progress gradually, and use it to support ankle and Achilles resilience.
Common misconceptions
- "The soleus and gastrocnemius are basically the same muscle." They share the Achilles tendon but behave differently. The gastrocnemius crosses the knee and the soleus does not, so the soleus keeps working with a bent knee while the gastrocnemius weakens. Their fiber makeup and best training positions differ too.
- "Standing calf raises are enough to fully develop the calves." Standing raises with a straight knee favor the gastrocnemius. If you never train with a bent knee, you under-stimulate the soleus, leaving the lower and deep calf undertrained. Seated calf raises are needed to load the soleus directly.
- "The soleus only matters for pointing your toes." Plantarflexion is its named action, but its bigger everyday job is postural. It fires almost continuously during standing to stop you falling forward, aids venous return from the legs, and provides much of the push-off in walking and running.
- "Calves are all genetics, so training the soleus is pointless." Insertion length and fiber makeup are partly genetic and do influence calf shape, but the soleus still grows and gets stronger with consistent, progressive, full-range training. Genetics set the ceiling, not whether the muscle responds at all.
