Does running actually kill your gains?
Running does not kill your gains, but it can blunt them if you overdo it. This is the interference effect: doing a lot of endurance work alongside lifting can slightly reduce strength and power gains, and to a smaller degree size. The effect is real but modest, and it shrinks fast when you manage running volume, intensity and recovery.
The classic reference is Wilson, Marin and Rhea's 2012 meta-analysis, which pooled concurrent-training studies and found that adding endurance work attenuated gains in strength, power and hypertrophy compared with lifting alone — and that the interference grew with the frequency and duration of the endurance training. Newer work walks the fear back further. Schumann and colleagues' 2022 systematic review and meta-analysis concluded that concurrent training is broadly compatible with muscle size and function when it is programmed sensibly. [2] Murach and Bagley reviewed the hypertrophy evidence specifically and found contrary evidence for an interference effect on muscle growth in well-designed programs. [3] The signal across all three: running threatens maximal strength and power more than raw muscle size, and only when volume and fatigue run unchecked.

The mechanism is worth knowing so the fix makes sense. How much running can lifters do without losing muscle?
Most lifters can run two to three times a week — roughly 60 to 120 total minutes — with little or no cost to muscle, as long as they keep eating enough and lifting hard. The single most overlooked item on that table is protein and total energy. Running burns calories, and if you do not replace them you drift into a deficit — which is where lifters actually lose size. What intensity of running is safest for your strength?
Easy, conversational running is the safest intensity for lifters. Keep roughly 80% of your running in zone 2 — a pace where you can still talk — and limit hard tempo or interval running to one session a week. Easy aerobic work builds fitness with the least residual leg fatigue, while frequent hard running is the main driver of interference with strength and power.
Hard running and heavy lifting compete for the same recovery, and they stress the same leg muscles. A long interval session leaves your quads and calves fatigued in a way an easy jog does not, and that fatigue is exactly what dulls your next squat. Notice that the lowest-interference options are the non-running ones. Because Wilson's meta-analysis found running interfered with leg strength more than cycling [1] — probably from the eccentric, impact loading of each foot strike — a lifter whose squat is stalling can keep most of the aerobic benefit by swapping some runs for an incline walk, bike or row. When should you run relative to lifting?
Separate hard running from heavy leg training. The cleanest option is to run and lift on different days; the next best is to put six or more hours between them. If they must share a session, lift first so your strength work is fresh, then run easy afterward. Never run hard the day before a heavy lower-body session.
Timing is where lifters win or lose the interference game without changing a single mile of running. The reason is recovery: force output and neuromuscular readiness dip after a hard run and take hours to return, so a run stacked right before your squats robs those squats of quality. How should you fuel and recover around running?
Fuel the extra work: running raises your calorie burn, so eat more to stay out of an accidental deficit, and keep protein at 1.6 to 2.2 g per kg — the higher end if you are cutting. Have carbohydrate before and after longer or harder runs to refill glycogen, and treat sleep as the recovery that ties both training styles together.
The most common way lifters lose muscle when they add running is not the running — it is failing to eat for it. Two habits prevent most of these: progress running volume slowly, and keep lifting your legs. Squats, hinges and calf raises maintain the tissue tolerance that running demands, and a hard progressive lower-body program does more for injury resistance than any gadget. If a joint starts complaining, back off running volume before it becomes a layoff, and swap in low-impact aerobic work from the modality table while it settles. Keep the lifting itself unapologetically hard — this is not a "maintenance" block. Train each muscle with real volume near 1-3 reps in reserve, because the way running protects your muscle is by you continuing to overload it. Let your lifting numbers be the referee.
