Zone 2 training is low-intensity aerobic exercise at roughly 60 to 70 percent of your maximum heart rate — an easy, conversational pace you could hold for hours. What is zone 2 training?

Zone 2 training is sustained low-intensity aerobic exercise performed at roughly 60 to 70 percent of your maximum heart rate — an easy, conversational effort you could hold for a very long time. It sits just below your first lactate threshold, the point where your body still clears lactate as fast as it produces it.

The name comes from the five-zone heart-rate model coaches use to split effort into bands. Zone 2 is the second-easiest band: harder than a stroll, far easier than a hard run. Physiologically it is the top of your comfortable aerobic range, the fastest you can go while staying almost entirely aerobic and keeping blood lactate low. [5] Cross above it and you tip toward anaerobic metabolism, lactate climbs, and the session stops being "easy".

One honest caveat up front: "zone 2" is not one universal number. Some models define it by percent of max heart rate; others, like the lactate-based definition popularized in endurance sport, tie it to a blood lactate around 2 mmol/L, which for a trained athlete can sit slightly higher than a plain 60-70% estimate. What are the five heart-rate zones?

The five-zone model splits effort by percent of maximum heart rate: zone 1 is very easy recovery, zone 2 is easy and conversational, zone 3 is a moderate "tempo" gray zone, zone 4 is hard threshold work, and zone 5 is maximal. Zone 2 is the aerobic base band most endurance training is built on.

Zones are a map, not a law — the exact percentages shift between models, and your true thresholds are personal. But the map is useful because each zone trains something slightly different, and the biggest mistake in the whole system is spending your easy days in zone 3 instead of zone 2.

Notice how the talk test tracks the zones almost perfectly. That is not a coincidence — the point where speech breaks from full sentences into short bursts lines up remarkably well with the aerobic threshold that separates zone 2 from zone 3. How do you find your zone 2?

You can find zone 2 with a heart-rate monitor (60-70% of max HR), the talk test (the fastest pace at which you can still speak full sentences), rate of perceived exertion (a 3-4 out of 10), or blood lactate testing (around 1.5-2 mmol/L). The talk test is the most practical; lactate is the most precise.

The trap with heart-rate methods is the max-HR estimate itself. The old 220-minus-age formula, and even the better 208-minus-0.7-times-age version, can miss an individual by 10 to 20 beats. Our recommendation for most people: anchor with the talk test, then let a heart-rate monitor confirm and track the number over time. What does zone 2 do to your body?

Zone 2 training drives mitochondrial adaptations — more and better-functioning mitochondria in your muscle — and improves your ability to burn fat for fuel. Together these expand your aerobic base: you produce more energy aerobically at any given pace, spare glycogen, and clear lactate better, which makes both easy and hard efforts feel easier.

Mitochondria are the cellular engines that produce aerobic energy, and endurance training is one of the strongest known stimuli for building more of them. [3] While hard intervals can drive rapid mitochondrial signalling, the sheer volume you can accumulate at low intensity makes easy aerobic work a durable, low-fatigue way to grow that engine over months. This is the practical logic behind mitochondrial biogenesis as a training goal.

The second adaptation is metabolic. Low intensities rely heavily on fat as fuel, and Achten and colleagues showed that maximal fat oxidation occurs at a moderate submaximal intensity — the "Fatmax" zone that overlaps closely with easy aerobic work. [4] Train there consistently and you get better at oxidising fat at a given workload, which spares your limited glycogen for when you actually need it. [5] A trained aerobic system also clears lactate faster, nudging your lactate threshold and anaerobic threshold to higher paces.

In plain terms

Zone 2 does not make you fast on its own. It makes the engine bigger and more efficient — more mitochondria, better fat use, faster lactate clearance — so that when you do add speed work, you have far more to build on. It is base, not peak.

Why should most of your training be easy?

Elite endurance athletes do roughly 75 to 90 percent of their training at low intensity and reserve a small slice for hard work — a pattern often called polarized training. The easy volume builds the aerobic base with minimal fatigue, so the limited hard sessions can be done fresh and truly hard.

This is not a hunch; it is what the data on how the best athletes actually train keeps showing. When Seiler and Kjerland quantified the intensity distribution of elite endurance athletes, the large majority of sessions fell below the first lactate threshold — squarely in easy, zone 2 territory — with a much smaller share at high intensity. [1] Seiler's later review argued this roughly polarized distribution is close to best practice across endurance sports. [2]

The mechanism is fatigue management. Easy work is recoverable, so you can pile up a lot of it without digging a hole. The infamous gray zone of zone 3 is the opposite: hard enough to accumulate fatigue, not easy enough to recover from, so it quietly compromises both your easy and your hard days. How much zone 2 should you do per week?

For general health, aim for at least 150 minutes of easy aerobic work per week. To actually build an aerobic base, target 180 to 240 minutes across three or four sessions of 45 to 75 minutes. Adaptations track total accumulated time, so consistency and volume matter more than any single session.

Zone 2 rewards patience. Because each session is low-fatigue, you can do a lot of it — and you need a reasonable amount before the engine changes. A single 20-minute jog once a week will not move the needle; three unhurried 45-minute sessions will. Scale the dose to your goal and your recovery, not to how hard you can push.

Longer single sessions have a place — a 60 to 90 minute easy effort is a potent base stimulus and teaches your body to burn fat over time. But you do not need to start there. How does zone 2 fit with lifting?

Zone 2 is the most lifting-friendly cardio you can do. Its low intensity adds little systemic fatigue and produces the least interference with strength and muscle gain, unlike frequent hard intervals. Separate it from heavy leg days, favour low-impact modalities like cycling, and your lifting progress stays largely intact.

The concern lifters raise is the "interference effect" — the idea that cardio blunts strength and size gains. It is real, but it scales with the intensity, duration and impact of the cardio, and with how close it sits to your lifting. Easy zone 2 sits at the gentle end of every one of those dials, which is exactly why it is the cardio of choice for lifters who want a heart and a set of lungs to match their numbers.

Practical rules: put your hardest lifting on days you are fresh, keep zone 2 on separate days or well away from heavy squats and deadlifts, and pick a low-impact tool — an incline treadmill walk, a bike, or a rower spares your joints and legs. What are the most common zone 2 mistakes?

The biggest zone 2 mistakes all reduce to one theme: going too hard. People drift into zone 3, trust an inaccurate max-HR formula, or treat "easy" as a suggestion. Others do too little volume or skip it because it is dull. Easy has to actually be easy, and there has to be enough of it.

  • Going too hard. — The number-one error. Most people drift into zone 3 because true zone 2 feels almost too easy. If you cannot hold a conversation, you are above zone 2 and losing the specific benefit.
  • Chasing the gray zone. — Zone 3 is hard enough to fatigue you but not easy enough to recover from — you get the cost of hard training without the recovery of easy training. Keep easy days easy and hard days hard.
  • Trusting a formula blindly. — The 220-minus-age max-HR formula can be off by 10-20 beats. Anchor your zone with the talk test, then let the heart-rate number confirm it rather than lead it.
  • Too little volume. — One 20-minute easy session a week will not move your aerobic base. Adaptations track total time; aim for 150 minutes or more across the week before expecting change.
  • Skipping it because it is boring. — Zone 2 is unglamorous and slow, so it is the first thing people cut. Pair it with a podcast or an easy commute and treat consistency, not intensity, as the win.
  • Doing only zone 2. — A base is a foundation, not the whole house. To raise your ceiling you still need some harder work — zone 2 makes that hard work more productive, it does not replace it.

If you take one thing from this section: when in doubt, slow down. Almost nobody ruins their base by going too easy, and almost everybody blunts it by going a little too hard, a little too often. Your ego wants zone 3; your mitochondria want zone 2.

How do you start zone 2 training?

To start, pick a low-impact activity, set an easy pace using the talk test, and do two to four sessions of 30 to 60 minutes a week. Keep every session conversational, build your weekly total before your session length, and give it four to six weeks before judging progress by a falling heart rate at the same pace.
