The truth is more useful: a little running makes you a healthier, better-conditioned athlete, and the muscle-loss risk is easy to manage once you know the levers. Why lifters should run
Running gives lifters what the barbell cannot: a stronger heart, a higher aerobic ceiling, and faster recovery between sets. A modest amount of easy running lowers resting heart rate and blood pressure, improves how quickly you clear fatigue, and helps you stay lean year-round — all without demanding heavy loads or long gym time.
Lifting builds strength and size, but it does little for your cardiovascular system. That is a real gap. The American College of Sports Medicine recommends at least 150 minutes of moderate aerobic activity a week for general health, [8] and most lifting programs get nowhere near it. Running is the simplest way to close that gap — no equipment, no membership, just shoes and a door.
The benefits stack up fast:
- A stronger heart and higher VO2max. Regular easy running raises your aerobic ceiling, so heavy sets and stairs both feel easier.
- Better between-set recovery. A bigger aerobic base clears fatigue faster, letting you keep quality across a long session.
- Real health markers. Cardio lowers resting heart rate and blood pressure and improves insulin sensitivity — things lifting alone does less for.
- Work capacity that carries over. More conditioning means you can handle more training volume before you burn out.
- Body composition help. Running burns meaningful calories, making a lean physique easier to maintain year-round.
Here is the part lifters underrate: a bigger aerobic base makes lifting itself better. Aerobic conditioning improves how fast you recover between hard sets, so your fifth set looks more like your first. It also raises your work capacity, meaning you can tolerate more weekly training before fatigue catches up. You do not need to become a runner. Two or three easy runs a week is enough to turn "I get winded on the stairs" into a non-issue, and to give your recovery a real boost. Does running kill your gains?
Running can blunt muscle and strength gains, but the effect is small and mostly avoidable. The research calls this the interference effect: doing endurance and resistance training together produces slightly less growth than lifting alone. It hits power and hypertrophy more than pure strength — and running interferes more than cycling does.
Wilson and colleagues' 2012 meta-analysis is the landmark here. [1] Pooling the concurrent-training studies, they found that interference grew with the frequency and duration of endurance work, and that running produced more interference than cycling — likely because of the eccentric, muscle-damaging nature of foot strike. Strength was relatively protected; hypertrophy and especially power took the bigger hit. This is where the concurrent training reputation for "eating gains" comes from.
But that is only half the story, and honesty matters. Murach and Bagley's 2016 review laid out the contrary evidence: when training is programmed sensibly — volumes controlled, sessions spaced, food adequate — concurrent training does not meaningfully blunt hypertrophy in most people. [2] A 2025 review of concurrent-training sequences reached a similar practical conclusion: the interference is real at the molecular level, but manageable, and depends heavily on how you order and recover sessions. [3]

So the honest answer: if you sprint intervals the morning of a heavy squat session, run daily, and under-eat, yes, you will leave muscle on the table. If you run two to three easy times a week and keep hard running away from leg day, the cost is close to zero. The interference effect is a dial, not a switch — and you control the dial.
How to combine running and lifting
The best way to combine running and lifting is to separate them: keep hard runs and heavy leg work on different days, or at least six hours apart. When you cannot separate them, lift first if strength is the goal. Run mostly easy, cap hard sessions, and protect at least one full rest day a week.
Three rules do most of the work. First, space the hard stuff. The biggest interference comes when a fatiguing run and a heavy lower-body session land on the same tired legs. Put your long or hard run on a day away from squats and deadlifts. Second, mind the order. If you genuinely have to lift and run in one block, do whichever matters most first — lift first when you are chasing a PR, since running beforehand pre-fatigues your legs and drops your strength. Third, keep most running easy so it adds fitness without adding much fatigue.
Here is a clean weekly template that lifts three times, runs three times, and never stacks a hard run on leg day:

Notice that every run in that week is easy except the occasional pickup, and the long run sits on Saturday, well clear of Monday's lower-body lift. This is the same logic behind hybrid training (intended-future guide) — you are budgeting fatigue, not maximising every quality at once. If you are deep in a strength block, drop to two easy runs; if you are prioritising a race, trim lifting volume instead. Zone 2 and your aerobic base
Zone 2 is easy running at roughly 60–70% of your maximum heart rate — a pace where you can still hold a full conversation. It builds mitochondria and aerobic capacity with minimal interference to lifting, which is exactly why it should make up the large majority of a lifter's weekly running.
Your aerobic base is the foundation everything else sits on. Training it means going slow enough that your body relies on fat and oxygen rather than burning through glycogen and dumping lactate. A 2025 narrative review found that zone-2 work reliably improves mitochondrial capacity and cardiorespiratory fitness in the general population, though it noted higher intensities can drive similar or faster gains in fitter people. [4] For a lifter, the appeal of easy running is twofold: it delivers most of the cardiovascular benefit, and because it is low-intensity and low-damage, it barely dents your recovery for the next session.
The practical trap is that zone 2 feels too easy, so people creep into a harder "grey zone" that fatigues them without much extra benefit. Two ways to stay honest: use the talk test — if you can speak in full sentences, you are in steady-state zone 2; if you are gasping, slow down. Or use a heart-rate monitor and set your ceiling. The five heart-rate zones
Heart-rate training splits effort into five zones, from very easy recovery (zone 1) to all-out intervals (zone 5). Lifters should spend most running time in zones 1–2 for the aerobic base, add occasional zone 3–4 tempo or threshold work, and use zone 5 sparingly. Getting the distribution right matters more than any single workout.
Zones are usually expressed as a percentage of your maximum heart rate. A rough estimate of HRmax is 220 minus your age, though it varies by person, so treat the numbers as guides rather than gospel:

How should you spread your effort across these zones? A 2025 network meta-analysis of endurance training compared intensity distributions and found polarised and pyramidal approaches — lots of easy running plus a small dose of hard work — produced the greatest gains in VO2max and time-trial performance. [5] In plain terms: run easy most of the time, run genuinely hard occasionally, and avoid living in the moderate middle. For a lifter that translates to something like 80% of runs in zones 1–2, with the remaining 20% split between tempo runs near your anaerobic threshold and the odd short session of high-intensity intervals. Keep those hard days away from heavy squats.
How to start running
The safest way to start running is a walk-run progression, alternating short jogs with walking breaks and gradually shrinking the walks. A structured couch-to-5k plan takes most non-runners from zero to a continuous 5k in about nine weeks. As a lifter you already have strong legs, so your heart and lungs are usually the limiter.
The classic mistake is going out too hard, hating it, and quitting. Walk-run fixes that. You start with more walking than running, then flip the ratio over a couple of months as your aerobic fitness catches up to your leg strength. Here is a proven progression, run three times a week:

Two coaching notes. Keep every one of these runs easy — conversational, zone 2. The goal early on is consistency and connective-tissue adaptation, not speed. And do not skip the strength you already do: your squats and deadlifts are building the tendon and bone resilience that keeps new runners healthy. If a week feels rough, repeat it rather than pushing on. Protecting muscle while you run
You protect muscle while running by eating enough — especially protein and carbohydrate — and by keeping strength training in the plan. Aim for 1.6–2.2 g of protein per kg of bodyweight daily, fuel runs with carbs, and lift at least twice a week. Muscle loss comes from too much running plus too little food, not from running itself.
Protein is the anchor. Morton and colleagues' 2018 meta-analysis of 49 trials found that intakes up to roughly 1.6 g per kg of bodyweight maximised training-induced gains in lean mass, with little added benefit beyond about 2.2 g/kg. [7] When you add running on top of lifting, that protein target does not change much — but hitting it becomes more important, because you are asking your body to recover from two kinds of stress. Spread it across the day and get a dose after your hardest sessions.

Carbohydrate matters too. Running burns through glycogen, and if you train it away and never replace it, you show up to the gym flat and under-recovered — which is when strength and size actually slip. Eat enough total calories to support the extra work, and do not try to run a big deficit and build muscle at the same time. Keep lifting at least twice a week so the growth signal stays loud; the muscle you are protecting is the muscle you keep training. Injury prevention and progression
Most running injuries are overuse — doing too much, too soon, on tissue that has not adapted. The fix is gradual progression: increase weekly volume slowly, keep most running easy, strength-train, and back off at the first sign of joint or tendon pain. The old "10% rule" is a rough guide, not a law.
A 2024 systematic review of running-related injury risk factors reinforced the pattern seen across the literature: training errors and rapid changes in load are consistently linked to injury, more so than running form quirks. [6] The takeaway is not to fear running — it is to respect that connective tissue adapts slower than muscle. Your quads may be ready for more, but your Achilles and shins need time.
The commonly cited 10% rule — increase weekly mileage by no more than about 10% at a time — is worth knowing, but be honest about it: the exact figure has thin evidence behind it and studies have failed to confirm 10% as a magic number. Treat it as a reminder to progress gradually rather than a precise prescription. A few habits do more than any single rule:
- Build volume in small steps and hold for a week whenever a jump feels rough.
- Keep 80% of running easy — hard sessions are where most impact stress accumulates.
- Keep lifting. Strong glutes, calves and hamstrings protect knees and shins; this is a real edge you have over pure runners.
- Listen to tendons. Sharp or lingering joint pain means deload the running, not push through it.
Program a running deload the same way you deload the barbell — a lighter week every fourth or fifth week lets tissue catch up. Your recovery tracking and sleep are part of injury prevention too, not separate from it.
Common mistakes
The mistakes that make running "eat your gains" are almost always avoidable: running hard on leg day, living in the moderate grey zone, adding mileage too fast, under-eating around double days, and treating running as if it were free recovery. Fix these five and running becomes an asset instead of a tax.
- Running hard on leg day. — Stacking a hard run onto squats fries recovery. Keep runs on the same day easy, or 6+ hours apart.
- Every run at the same medium pace. — The "grey zone" is too hard to recover from and too easy to build top-end. Run easy easy, and hard hard.
- Adding mileage too fast. — Big weekly jumps are the classic overuse trap. Nudge volume up gradually and hold when it feels rough.
- Under-eating around double days. — Running plus lifting burns more; skimping on protein or carbs stalls both. Fuel the work.
- Treating running as free. — It is training too. Count it in your weekly fatigue budget and deload it like you deload the barbell.
Every one of these traces back to a single idea: running is training, and it spends from the same recovery budget as your lifting. Plan it, place it, and fuel it with the same care you give your program, and it repays you with a heart and engine the barbell can't build.

Does running kill your gains?

How many times a week should a lifter run?
