Worked example — a 30-year-old runs 2,600 m in 12 minutes. VO2max = (2600 − 504.9) ÷ 44.73 = 46.8 ml/kg/min, which lands in the good band for men aged 30–39. Field estimates carry a ±10–15% spread and depend on pacing; a graded lab test is the gold standard.

What is VO2 max?

VO2 max is the maximum volume of oxygen your body can use per minute during hard exercise, measured in millilitres per kilogram of bodyweight per minute (ml/kg/min). It is the single best lab marker of aerobic fitness: a higher VO2 max means your heart, lungs, and muscles deliver and burn more oxygen, so you can sustain a faster pace for longer.

How do you calculate VO2 max from the Cooper test?

The Cooper test asks you to cover as much distance as possible in 12 minutes, then applies the formula VO2max = (distance in metres − 504.9) ÷ 44.73. For example, running 2,600 metres gives (2600 − 504.9) ÷ 44.73 ≈ 46.8 ml/kg/min. Kenneth Cooper published this field test in 1968 as a practical stand-in for lab testing.

Can I estimate VO2 max from resting heart rate?

Yes. The Uth-Sørensen-Overgaard-Pedersen formula estimates VO2max as 15.3 times your maximum heart rate divided by your resting heart rate. It is less precise than a run test because it relies on estimated max HR, but it needs no exercise, making it a fast, low-effort screen — a fitter heart with a lower resting rate produces a higher estimate.

What is a good VO2 max for my age?

A good VO2 max depends on age and sex. For men aged 20 to 29, roughly 42 to 51 ml/kg/min rates as good and 52 or above as excellent; for women the same age, about 37 to 46 is good and 47 or above is excellent. Values decline by roughly 5 to 10 percent per decade after 30, so the category tables on this page adjust the bands by age.

How can I improve my VO2 max?

The most effective way to raise VO2 max is a mix of high-intensity intervals near your max heart rate and a large base of easy aerobic (Zone 2) volume. Intervals push the top-end ceiling while easy miles build the aerobic engine that supports it. Most trained athletes see measurable gains within 6 to 12 weeks of consistent, progressive training.

How accurate is an estimated VO2 max?

Field estimates from a run test or resting heart rate typically land within about 10 to 15 percent of a lab-measured value. The Cooper test depends on pacing and effort, and the heart-rate method depends on an estimated max HR, so treat the number as a fitness benchmark to track over time rather than a clinical measurement.
