What is Front Squat?

Front squat is a squat variation performed with the barbell racked across the front of the shoulders in a clean or cross-arm grip, forcing a more upright torso than the back squat, to emphasize the quadriceps and core with less shear stress on the lower back.

What is Front Squat?

A front squat racks the barbell across the front of the shoulders instead of the back, held in place with either a clean-style hook grip (fingertips under the bar, elbows high) or a cross-arm grip (arms crossed over the bar). Because the load sits in front of the body's center of mass, the torso must stay close to vertical to avoid tipping the bar forward, which shifts a much larger share of the work onto the quadriceps and core than a back squat performed with the same weight.

How it works

Keeping the elbows high throughout the lift is what keeps the bar resting on the shoulders rather than rolling forward off them — if the elbows drop, the torso tips forward and the bar loses its shelf. That elbow-up, upright-torso requirement is also what makes the front squat harder to load as heavily as a back squat, since grip and upper-back positioning become limiting factors before the legs do. Gullett et al. (2009) found greater quadriceps activation and lower knee-joint compressive forces in the front squat compared with the back squat, while a 2015 EMG study (Yavuz et al.) found the vastus medialis more active in front squats during the ascending phase.

How to apply it

  • Clean grip: A hook grip similar to the clean: fingertips under the bar, elbows driven high and forward so the upper arm is nearly parallel to the floor.
  • Cross-arm grip: Cross your arms over the bar and grip the opposite shoulders — an easier option for lifters with limited wrist or shoulder mobility.
  • Elbows up, chest tall: Keep the elbows as high as possible throughout the squat; if they drop, the bar rolls forward off the shoulders.
  • Sit down between the heels: Because the load sits in front, the torso must stay more vertical than in a back squat — sit down rather than back to avoid dumping the bar forward.

  • "You need great wrist mobility to front squat." The clean grip does require wrist and shoulder mobility, but the cross-arm grip lets lifters with mobility limits front squat effectively while they build that range over time.
  • "Front squats don't work the posterior chain at all." The hamstrings and glutes still contribute, especially near the bottom of the lift, though EMG research (Gullett et al., 2009) shows quadriceps and upper-back activation is proportionally higher than in the back squat.
