What is Gluteus maximus?

The gluteus maximus is the largest and most superficial of the three gluteal muscles. It runs from the posterior pelvis and sacrum to the femur and iliotibial tract, and its main job is powerful hip extension and external rotation, which drives standing up, sprinting, jumping, and climbing.

What is Gluteus maximus?

The gluteus maximus is the bulkiest muscle in the human body by cross-sectional area, and it forms most of the shape of the buttock. It sits closest to the skin of the three gluteal muscles, covering much of the deeper gluteus medius and gluteus minimus. Structurally it is a thick, coarse-fibred quadrilateral muscle whose fibres run diagonally, from the upper inner corner near the sacrum down and out to the upper thigh. Because of that fibre angle it can both extend the hip and rotate it outward at the same time. The upper fibres also assist with hip abduction, and through their pull on the iliotibial tract they help stabilise the knee in extension. Functionally, the gluteus maximus is a hip extensor first and foremost. It is relatively quiet during easy standing and walking on flat ground, but it becomes highly active the moment you ask the hip to produce force against resistance or gravity: rising from a deep squat, driving out of the bottom of a deadlift, sprinting, climbing stairs, and standing up from a low chair. It works closely with the hamstrings and adductor magnus as part of the posterior chain, and it opposes the hip flexors on the front of the hip. For lifters, it is one of the most trainable and responsive muscles in the body, which is why it anchors so many lower-body programmes built for strength, power, and physique.

How it works

Mechanically, the gluteus maximus is a single-joint hip extensor with a large moment arm, meaning it produces a lot of torque about the hip. It originates broadly across the posterior surface of the ilium behind the posterior gluteal line, the back of the sacrum and coccyx, and the sacrotuberous ligament. From there its fibres converge downward and laterally. The larger, more superficial portion inserts into the iliotibial tract, a thick band of fascia running down the outside of the thigh, while the deeper lower portion inserts onto the gluteal tuberosity of the femur. Contraction pulls the femur backward relative to the pelvis, producing hip extension, and simultaneously rotates the thigh outward, producing external rotation. Because the muscle is strongest when the hip is flexed, it contributes most when you are rising out of a deep hip angle rather than at the top of a movement where it is already shortened. This is the key insight behind how it responds to training. Deep hip flexion under load, as in a full squat or a hip thrust taken to a strong lockout, exposes the glute to high tension across a long range, and research using electromyography consistently ranks loaded hip extension movements among the highest for gluteus maximus activation. The muscle is a functional mix of slower and faster fibres, so it responds both to heavier, lower-rep strength work and to moderate-rep hypertrophy work. The inferior gluteal nerve, carrying roots L5 to S2, drives the muscle, and weakness or poor recruitment here shows up as a hip that collapses forward under load, an over-reliance on the lower back to extend the trunk, or difficulty locking out heavy pulls. In training terms, the two levers that matter most are load through a full hip range and reaching a genuinely contracted, externally rotated position at the top of an extension movement. Adding both a stretch-biased exercise, such as a squat or Romanian deadlift, and a contraction-biased exercise, such as a barbell hip thrust, covers the muscle's function across its full length and gives the most complete stimulus for size and strength. It is also worth understanding why the glute is so trainable. Its large physiological cross-section means it has a high ceiling for force production, and its mixed fibre makeup lets it respond across a wide range of loads and rep schemes rather than favouring only one. Because the muscle attaches so broadly across the pelvis and sacrum, it also transmits force between the trunk and the leg, which is why a strong, well-coordinated glute protects the lower back during heavy hinging and helps the whole posterior chain work as a unit rather than in isolated pieces.

How to apply it

  • Load a deep hip hinge or squat: Full-depth back squats and Romanian deadlifts stretch the glute under heavy load, where it produces the most force. Train these in the 4 to 8 rep range for strength and 8 to 12 for size, progressing load over weeks.
  • Add a hip thrust for peak contraction: The barbell hip thrust loads the glute hardest at full hip extension, the position squats leave out. Drive to a strong lockout, pause a second, and use 8 to 15 reps. It is one of the highest-activation glute exercises tested.
  • Include single-leg work: Bulgarian split squats, step-ups, and single-leg hip thrusts expose side-to-side strength gaps and add external-rotation demand. Use 8 to 12 reps per leg, and prioritise the weaker side to close asymmetries over time.
  • Train the full rep, not just the top: Control the lowering phase and reach genuine depth so the glute loads while lengthened. Cutting range short to move more weight trains the muscle less, not more, and shifts work onto the quads and lower back.
  • Cue the lockout: Think about pushing the hips forward and squeezing the glutes to finish each rep, rather than leaning back through the spine. This keeps the effort on hip extension and external rotation instead of lumbar hyperextension.
  • Progress volume gradually: The glute tolerates a lot of work, but 10 to 16 hard sets per week is plenty for most lifters. Add sets or load slowly and keep a rep or two in reserve on most sets to manage lower-back and hip fatigue.

Types

Upper (superior) fibres

Insert mainly into the iliotibial tract; assist hip abduction and external rotation, and help stabilise the pelvis and extended knee.

Lower (inferior) fibres

Insert onto the gluteal tuberosity of the femur; the primary drivers of powerful hip extension against heavy load.

Worked example

A simple weekly glute-focused plan pairs a stretch-biased hip movement with a contraction-biased one, plus single-leg work to balance the sides. This covers the muscle across its full length and both of its main jobs, hip extension and external rotation, without excessive lower-back fatigue.

Around 13 hard sets across the week, spread over two lower-body days. Keep one to two reps in reserve on most sets, add a little load or a rep each week, and prioritise depth and a full lockout over chasing the heaviest bar. If the lower back fatigues before the glutes, shift a little volume from the squat and deadlift toward the hip thrust, which loads the glute hard while sparing the spine.

  • Strength and power athletes: Prioritise heavy squats, deadlifts, and hip thrusts in the 3 to 6 rep range. Strong glutes drive sprint speed, jump height, and lockout on the main lifts, so treat hip extension as a foundational quality, not an accessory.
  • Physique and hypertrophy lifters: Combine a stretch-biased movement like a squat or Romanian deadlift with a contraction-biased hip thrust, in the 8 to 15 rep range. Aim for 12 to 16 hard sets a week and progress load or reps steadily for growth.
  • Rehab and injury prevention: If the glute recruits poorly, start with bridges and controlled hip thrusts to relearn full extension before loading heavy. Strong hip extensors take strain off the lower back and knees during lifting and daily movement.

Common misconceptions

  • "Squats alone fully develop the glutes." Squats load the glute in a stretched position but offer little tension at full hip extension, where the muscle also works. Adding a hip thrust or another lockout-loaded movement covers the top of the range the squat leaves out.
  • "The glutes fire hard during normal walking." On flat ground at an easy pace the gluteus maximus is relatively quiet. It ramps up sharply only when the hip must produce force, such as sprinting, climbing, rising from a squat, or moving under load.
  • "Glute exercises spot-reduce fat from the hips." Training a muscle builds and strengthens it but does not selectively burn the fat lying over it. Shape changes from a bigger, firmer glute plus overall fat loss driven by an energy deficit, not from local fat burning.
  • "You should squeeze only at the top and skip depth." A hard squeeze at lockout is useful, but skipping range starves the muscle of tension while it is lengthened, which is where much of the growth stimulus comes from. Train both the stretched and contracted positions.
