How do you set up for the barbell squat?
To set up, place your feet about shoulder-width with toes turned out roughly 15–30°, wedge the bar onto a shelf of tight upper-back muscle, grip just outside your shoulders, take a big breath into your belly, and brace hard before you unrack. A good rep is won before the bar even leaves the hooks.
Set the rack height so the bar sits around mid-chest — you should dip under it, not tip-toe up to it. For a high-bar squat the bar rests on your upper traps; for a low-bar squat it sits about 5 cm lower, across the rear delts, held in place by a hard upper back rather than by your hands. Squeeze the bar down and pull your elbows toward your ribs to build that shelf. Then take one or two steps back, plant your feet, and stop fussing — walking the weight around wastes energy.

These positions are coaching knowledge — the accumulated practice of the NSCA and generations of strength coaches, not a single study. Treat them as a strong default and adjust for your own build; a lifter with long femurs will squat wider and lean more than a short-limbed one, and both can be correct.
How do you actually perform the squat, rep by rep?
To squat, break at the hips and knees together, sitting down and slightly back as if lowering between your own hips, until your hip crease drops at least to the top of your knee. Keep your chest up and knees tracking over your toes, then drive up through the whole foot back to standing.
The cue that fixes the most reps is "sit between your hips," not "sit back" or "sit down" alone. Your hips travel down and back at the same time your knees travel forward over your feet — the compound pattern shares the load between quads, glutes and adductors. Control the descent; don't collapse into the bottom. Hit your depth, feel the tension, then reverse. On the way up, lead with the chest so your hips and shoulders rise together — if your hips shoot up first, the bar path breaks down (see faults and fixes).

How deep should you squat, and what does the evidence say?
Squat to at least parallel — hip crease level with the top of the knee — for full quad and glute development. Squatting below parallel adds glute and adductor growth if your mobility allows a neutral spine, but parallel is genuinely enough for most lifters chasing size and strength.
Depth is where research actually weighs in, so here is the honest version. Caterisano's 2002 EMG study found that gluteus maximus activation climbed sharply as squat depth increased from partial to parallel to full, while quadriceps activity stayed fairly similar across depths. [1] In other words, going deeper mostly buys you more glute — which matters if the glutes are a priority. On the growth side, Bloomquist's 2013 trial had trained men squat either deep (to about 120° of knee flexion) or shallow (to about 60°) for 12 weeks; the deep group gained more muscle cross-sectional area in the front thigh and more strength. [2] Kubo's 2019 study pointed the same direction: full squats grew the quadriceps, adductors and gluteus maximus more than half squats. [3]

So deeper is often a little better for muscle — but only if you can reach it without your lower back rounding under load. A clean squat to parallel builds excellent legs. A deep squat you can only hit by tucking your pelvis under is not the upgrade it looks like. Match your depth to your current mobility, then earn more range over time.

Where should the bar travel, and how do you stay balanced?
The bar should travel in a near-vertical line stacked over your midfoot for the whole rep. If the bar drifts in front of your midfoot, the squat gets harder and your lower back takes more load, so balance over midfoot is the anchor that ties your whole technique together.
Your body is a system trying to keep that loaded bar over its base of support — your midfoot. High-bar and low-bar squats simply reach that vertical bar path with different amounts of torso lean: low-bar leans more because the bar sits further back, high-bar stays more upright. Neither is "leaning too far" as long as the bar stays over midfoot. Schoenfeld's 2010 biomechanics review concluded that squatting to parallel or below is appropriate for healthy trainees and that the knees travelling past the toes is a natural, expected part of the movement. [5]
The knees-past-toes worry is worth killing here. Fry's 2003 study restricted lifters from letting their shins move forward and found it slashed knee torque but sharply increased hip and lower-back torque — the load didn't vanish, it just moved somewhere less friendly. [4] And across common exercises, the squat produces low strain on the ACL, which is one reason it is considered knee-friendly when done well. [7] Let your knees track forward over your toes as far as your ankles allow, and keep chasing that midfoot balance.
How should you breathe and brace under the bar?
For most working sets, use the Valsalva-style brace: take a big breath into your belly at the top, brace your trunk 360° as if bracing for a punch, hold it through the rep, and exhale near the top. This intra-abdominal pressure stiffens your spine and gives you a stable platform to push from.
Breathe in before you descend, not during. That held breath, pushed against a braced abdominal wall, raises the pressure inside your trunk and turns your midsection into a rigid cylinder. On lighter or higher-rep sets you can breathe between reps, but on anything heavy, one breath per rep is the rule. A quick caution the honest way: the Valsalva manoeuvre spikes blood pressure briefly, so if you have cardiovascular concerns, check with a doctor and keep sets shorter.
A belt makes this brace stronger, not automatic. Lander's 1990 study measured higher intra-abdominal pressure when lifters wore a weight belt during squats, giving the trunk more to push against. [6] The order matters though: learn to brace hard without a belt first, then add one for your heaviest work — the belt and shoes section covers when. Pair a solid brace with progressive overload and the squat becomes the single most productive lift you own.
What are the most common squat faults, and how do you fix them?
The common squat faults are knees caving in, hips shooting up first, heels rising, excessive forward lean, and butt wink. Most trace back to one of three roots: a weak brace or upper back, a mobility limit, or simply too much weight on the bar. Fix the root, not just the symptom.

Cues that actually work
Good coaching cues are short, external and personal — you want the one phrase that flips a switch for you, not a checklist mid-rep. The ones that earn their keep: "spread the floor" to stop knees caving, "chest up, elbows down" to fight forward lean, "sit between your hips" to organise the descent, and "drive the floor away" out of the bottom. Try one at a time. If a cue doesn't change anything after a few reps, drop it and try another — cue collecting is not the same as fixing the fault.
One honest note: not every deviation is a fault. A little forward lean, especially low-bar, is normal. A tiny knee cave under a true maximal single is common even in strong lifters. Chase clean, controlled reps at a weight you can own — perfection under a crushing load is a different thing from good technique.
Do ankle and hip mobility limit your squat?
Yes. Stiff ankles are the most common reason lifters can't reach depth or keep their heels down, and tight hips are the usual cause of butt wink. You can work around both while you build range: widen your stance, elevate your heels, and squat only as deep as you can stay neutral.
Ankle mobility decides how far your knees can travel forward, which decides how upright and deep you can squat. If your heels lift or you fall backward at the bottom, a raised heel — weightlifting shoes or a small wedge — is a legitimate fix, not a crutch; it buys you range today while you improve ankle dorsiflexion over the coming weeks. Hip mobility and structure decide how wide and deep you can go before the pelvis tucks under into butt wink. Widening the stance and pointing the toes out a little often unlocks another inch of clean depth immediately.
Mobility work is worth doing, but keep the timeline honest: range improves over weeks and months of consistent practice, and squatting itself, taken to the depth you can control, is one of the best mobility drills there is. Don't let a mobility hunt become a reason to never load the bar.
High-bar vs low-bar vs front squat — what's the difference?
High-bar, low-bar and front squats are the same basic movement with the bar in different places, which shifts your torso angle and muscle emphasis. High-bar and front squats stay more upright and hit the quads harder; low-bar leans forward more, loads the hips and posterior chain, and usually lets you lift the most weight.

There is no single best version — they're tools for different jobs. If you're a general lifter or athlete, high-bar is the easiest to learn and covers most needs. If your goal is moving maximal weight in a powerlifting meet, low-bar usually wins. If your lower back complains under a bar on your back, the front squat's upright torso and lighter loads are often kinder while still hammering the quads and upper back. How should you program the squat, and stay safe?
Program the squat 2–3 times a week, ramping up in warm-up sets before your working sets. Use 3–5 reps for strength and 6–12 for size, and always squat inside a rack with the safeties set so you can bail a failed rep. Match the load to the goal, then add weight or reps over time.
Warm up properly: start with the empty bar and add weight in jumps, doing a few reps each, until you reach your first working weight — this greases the pattern and protects the joints without draining you. Then run your hard sets. Keep driving progressive overload: when you hit the top of your rep range with clean form, add the smallest plate next time. Track your one-rep max trend over months, not weeks.

Belt, shoes and staying safe
A belt is worth adding once you can brace well on your own — reach for it on sets above roughly 80% of your max, where the extra intra-abdominal pressure earns its keep. [6] Shoes should be flat and stable, or raised-heel lifting shoes if your ankles are stiff; never squat heavy in soft, cushioned running trainers. On safety: always set the rack safeties or spotter arms just below your bottom position, so a missed rep lands on the pins instead of you. If you lift without them, learn to bail a back squat — let the bar go behind you and step forward. A spotter helps for heavy singles, but pins are non-negotiable when training alone.

Is it bad for my knees to let them travel past my toes?
No. Knees moving past the toes is a normal part of squatting, especially in deep or upright squats. Fry's 2003 study found that forcibly keeping the shins vertical only shifts load onto the hips and lower back. Track your knees over your toes and squat the depth you can control.
High-bar or low-bar squat — which is better?
Neither is universally better. High-bar keeps you more upright and biases the quads, which suits most lifters and athletes. Low-bar involves more hip hinge and usually lets you lift more weight, so powerlifters favour it. Pick the one that fits your goals and feels stable on your back.
What is butt wink and how do I fix it?
Butt wink is when your pelvis tucks under at the bottom of the squat, rounding the lower back. It usually means you are going deeper than your current hip and ankle mobility allow. Stop at the depth you can hold neutral, widen your stance slightly, and work mobility over time.
Do I need a lifting belt to squat?
Not for lighter or moderate sets. A belt gives your core something to brace against and raises intra-abdominal pressure, which Lander's 1990 study confirmed. Do I need weightlifting shoes to squat?
No, but they help. A raised, firm heel improves your ability to stay upright and reach depth if your ankles are stiff, and a hard sole is more stable than a squishy running shoe. Flat, stable shoes or bare feet work well for low-bar. Never squat heavy in soft cushioned trainers.
Why do my knees cave in when I squat?
Knees caving (valgus) usually comes from glutes that are weak or simply not firing, or a stance that fights your hip structure. Cue yourself to "spread the floor" and push your knees out to track over your toes. If it only happens under heavy load, the weight is likely too high.
How much should I be able to squat?
It depends on bodyweight, training age and leverages. As a rough guide, an intermediate male lifter often works toward around 1.5x bodyweight and a female lifter toward roughly 1.25x, but these are milestones, not requirements. Chase steady progress on your own numbers rather than a fixed target.
Should I squat in a rack with safeties?
Yes. Always squat inside a power rack or with spotter arms set just below your bottom position so you can safely dump a failed rep. If you squat heavy without safeties, learn to bail — drop the bar behind you and step forward. Never max out alone without either.
How many days a week should I squat?
Two to three squat sessions a week works well for most lifters, leaving 48 hours between hard leg days. Beginners can progress on twice-weekly full-body squatting; more advanced lifters spread squat volume across the week and vary intensity so every session is not maximal.
Why do my heels lift off the floor at the bottom?
Rising heels usually mean limited ankle mobility or your weight drifting onto your toes. Sit back slightly, drive through your whole foot, and try a small heel elevation or lifting shoes while you build ankle range with calf and ankle mobility work over the following weeks.
