The deadlift has a bad reputation it doesn't deserve. Done well, it's one of the safest, most useful lifts you can train — a full-body pull that builds your back, hips and hamstrings and teaches you to lift heavy things off the floor the way your spine is built to. How do you set up for a deadlift?
Set up by standing with the bar over the middle of your feet, about a hand's width apart. Hinge at the hips and reach down to grip the bar just outside your knees. Pull your shoulders slightly ahead of the bar, set a neutral spine, and brace your core hard before the bar leaves the floor.
The setup decides the lift. Get it right and the pull almost happens on its own; rush it and you spend the rep fighting a bad position. Walk through it the same way every time:
- Bar over midfoot. Stand so the bar sits roughly over your shoelaces, 2–3 cm from your shins. From above it should hide your feet. This keeps the bar path vertical and your leverage strong.
- Feet and stance. For a conventional pull, put your feet about hip-width with toes slightly out — a jumping stance, not a squatting one.
- Hinge, then grip. Push your hips back and bend forward to reach the bar — a hip hinge, not a squat. Grip just outside your knees, double overhand to start.
- Shoulders slightly ahead of the bar. With a neutral spine, your shoulders should sit just in front of the bar and your hips somewhere between your knees and shoulders. Chest tall, not caved.
- Set the lats. Squeeze your armpits shut as if crushing an orange under each. This locks the bar to your body and stops it drifting.
- Brace hard. Take a big breath into your belly and tighten your trunk like you're about to be punched — 360 degrees of pressure around the spine. Hold it. This intra-abdominal pressure is your spine's seatbelt.
One cue does a lot of work here: "take the slack out of the bar." Before you pull, apply just enough tension to feel the bar click tight against the plates. How do you pull the bar off the floor?
Pull by pushing the floor away with your legs while keeping the bar dragging against your body. Your hips and shoulders should rise together so the torso angle stays constant until the bar clears the knees, then finish by squeezing your glutes to stand tall — don't lean back or hyperextend at the top.
Break the pull into three phases and it becomes repeatable:
- Off the floor (the drive). Think leg press, not back extension. Push through your whole foot and "push the floor away." Your legs start the bar; your back holds position. Hips and shoulders rise at the same rate.
- Past the knees (the transition). The bar stays glued to your shins and thighs. Once it clears your knees, drive your hips forward toward the bar. This is where the glutes and hamstrings take over.
- Lockout. Stand tall and stop. A finished rep is a straight vertical line from ankle through hip to shoulder — glutes squeezed, ribs down, knees straight. There's no lean-back and no shrug.
The single most common leak is letting the bar swing away from your body. A heavy deadlift already places large loads on the lumbar spine — a narrative review of deadlift biomechanics reported spinal compression forces roughly in the 5–18 kN range at heavy loads, with the greatest demand right at lift-off. [3] Keeping the bar close shortens that lever and keeps those forces manageable. Lower the bar the same way you raised it: hinge the hips back first, let the bar reach mid-thigh, then bend the knees.

What are the most common deadlift faults, and how do you fix them?
The five faults that wreck most deadlifts are rounding the lower back, letting the hips shoot up first, letting the bar drift away, jerking the bar off the floor, and hyperextending at the top. Each has a clear cause and a simple fix, and none of them require you to be strong to correct — just deliberate.

Notice the theme: most faults trace back to a rushed setup or a load you can't hold position under. When two or three appear at once, that's your body telling you the weight is too heavy for your current technique. Drop it, groove clean reps, then build back up with progressive overload — small, honest jumps beat ego plates every time.
Is a rounded back always dangerous?
A neutral spine is the safe default, and it's what every beginner should groove first. But a rounded back is not automatically an injury. Slight upper-back rounding is common among advanced lifters and doesn't reliably predict pain — the evidence linking lumbar flexion during lifting to back pain is weak. Learn neutral, then let experience decide the rest.
Here's the honest version, because the internet oversells both sides. On one hand, the "any rounding will destroy your discs" warning isn't supported. A 2020 systematic review with meta-analysis found only low-quality evidence that greater lumbar flexion during lifting was a risk factor for low-back pain, and most studies showed no difference in lumbar flexion between people with and without back pain. [5] Plenty of elite pulls happen with a visibly rounded upper back.
On the other hand, that's not licence to yank a max deadlift with a caved lower back on day one. Advanced lifters who round have earned tissue tolerance over years and usually round the upper back while keeping the lumbar spine controlled. For a beginner, a neutral spine is easier to brace, easier to repeat, and the position where you'll get strongest safely. So the coaching stance is simple: default to neutral, keep the lower back out of deep flexion under heavy load, and don't panic if a hard rep shows a little rounding.
Conventional vs sumo: which stance should you use?
Conventional and sumo are both legitimate — neither is safer or "better." Conventional uses a hip-width stance with a more horizontal torso and leans on the back and hamstrings; sumo uses a wide stance with a more upright torso and involves the quads and adductors more. Pick the one that fits your build and lets you pull more weight with clean form.
Escamilla's three-dimensional biomechanical analysis of national-level lifters quantified the difference: in the sumo pull the thighs sat 11–16 degrees more horizontal, while conventional lifters extended their knees and hips about 12 degrees more through the lift. [1] His follow-up EMG study found sumo produced greater activation of the vastus muscles (quads), while overall the two styles tax similar muscle groups — so the choice is about leverage and preference, not one being "the real deadlift." [2]

My advice: run both for three or four weeks and let the numbers and your joints vote. Longer arms and a strong back tend to love conventional; a long torso, shorter arms, or a cranky lower back often do better with the more upright sumo position. The deadlift is one of the best compound lifts either way, so there's no wrong answer — only the one you can load and recover from.
Deadlift vs Romanian deadlift: what's the difference?
A conventional deadlift starts from the floor and drives with the legs and back; a Romanian deadlift (RDL) starts from the top, keeps the knees only slightly bent, and lowers the bar to about mid-shin before returning. The RDL is a pure hip hinge that hammers the hamstrings and glutes without the spinal cost or dead-stop start of a full deadlift.
They're partners, not rivals. The conventional pull builds your ability to move maximal weight from the floor and stresses the whole posterior chain plus the quads. The RDL isolates the hinge: because you never reset on the floor and never lift from a dead stop, you keep constant tension on the hamstrings through a big stretch, which makes it an excellent hypertrophy and hamstring-strength tool. A systematic review of deadlift EMG confirmed the erector spinae and hamstrings are heavily recruited across deadlift variations, with the RDL family being a go-to for posterior-chain work. [4]
Most good programs use both: a conventional or sumo deadlift as the heavy strength lift kept to low reps, and the RDL for higher-rep hamstring and glute volume. Grip, straps and the hook grip explained
Start with a double-overhand grip and hold it as long as you can, since grip strength carries over everywhere. When the bar starts slipping, switch to a hook grip or a mixed grip for heavy work, and use lifting straps for high-rep back and hamstring sets where your hands would fail before the target muscle.
Your grip usually gives out before your legs and back do, so how you hold the bar matters as loads climb. Here's the ladder most lifters follow:

A few practical notes. The hook grip is worth the initial thumb discomfort — it's as secure as a mixed grip but keeps you symmetrical, which matters because the underhand side of a mixed grip carries a small biceps-tear risk under maximal loads. If you do use mixed grip, alternate which hand supinates set to set. And don't let straps become a crutch: train some sets raw so your grip keeps pace with your pull.
How many sets and reps should you do, and why do deadlifts need fewer?
Most lifters make great progress on roughly 6–10 hard deadlift sets per week, kept mostly in the 1–6 rep range and stopping short of failure. Deadlifts need fewer sets than other lifts because they move so much muscle under heavy load that each set costs far more recovery — push the volume too high and fatigue outruns your ability to recover.
The deadlift is uniquely fatiguing. It loads a huge amount of muscle and places large forces on the spine and central nervous system, which is exactly why the same 20-set-per-week logic you'd use for biceps falls apart here. [3] A little goes a long way: pick a rep range for your goal, keep the reps crisp, and progress load slowly.

When should you reset a rep, and how do you stay safe?
Reset a rep — lower the bar and start the setup over — any time your lower back rounds, the bar drifts forward off your legs, or you lose your brace mid-pull. Grinding out an ugly rep in a broken position is how most deadlift injuries actually happen, and no single rep is worth it.
Safe deadlifting comes down to a few non-negotiables. Warm up with progressively heavier sets so your first working weight isn't a cold shock. Keep the bar close and the spine braced on every rep, not just the easy ones. And treat form as your governor on load: the moment technique degrades, the weight is too heavy or you're too fatigued, and the answer is to stop the set — not to survive it.
For rep style, dead-stop reps (fully resetting on the floor each rep) are the safer default because they force a fresh brace and setup every time; touch-and-go reps can add training stimulus but tempt you to bounce and lose position, so save them for lighter, well-grooved work. The NSCA's guidance on the deadlift echoes the same priorities — a stable neutral spine, the bar close, and load added progressively as technique holds. Is the deadlift bad for your back?
No. When you keep a neutral, braced spine and load it progressively, the deadlift strengthens the muscles that protect your back rather than harming it. Injuries usually come from ego-loading, losing the brace, or jerking the bar — not from the movement itself. It is one of the most functional lifts you can train.
