What is Junk volume?

Junk volume is training volume — extra sets or exercises added beyond what a muscle needs to grow, such as isolation work tacked on after already-taxing compound lifts — that adds fatigue and recovery cost without producing any additional muscle or strength gain.

What is Junk volume?

Junk volume is the extra training you do that feels productive — more sets, more exercises, more time in the gym — but doesn't actually add to muscle growth or strength because the muscle group in question has already received enough stimulus. It's not a single official research term, but the underlying idea is well supported by volume research: hypertrophy responds to sets per week up to a point, and sets piled on past that point mostly just add fatigue, without a matching return in growth.

How it works

Junk volume happens because the dose-response relationship between weekly sets and muscle growth isn't linear forever — it rises, then flattens. A 2017 meta-analysis by Schoenfeld and colleagues found clear benefits of higher volume up to around 10 sets per week, and a 2022 systematic review by Baz-Valle and colleagues found no significant extra hypertrophy benefit moving from a moderate range (12-20 sets/week) to a high range (over 20 sets/week) for some muscle groups. Meanwhile, every extra set still costs recovery resources — glycogen, joint and connective-tissue stress, sleep and nutrition demand — regardless of whether it's adding to the growth signal. When the extra sets cost more in fatigue than they add in stimulus, that volume becomes junk.

How to apply it

  • Spot the overlap: Check whether an isolation exercise is training a muscle that a compound lift already worked hard — e.g. heavy leg presses plus multiple sets of leg extensions may be redundant.
  • Watch proximity to failure: Sets stopped far short of failure (many reps in reserve) provide a weaker stimulus and are more likely to be junk if volume is already high.
  • Track weekly totals, not just per-session feel: A muscle group can look under-trained in one session but be well past its productive range once you add up every session's sets for the week.
  • Trim before adding: If progress has stalled despite already-high volume, cutting a few marginal sets and improving recovery often helps more than adding another exercise.

Worked example

Say a lifter's chest is already getting 18 hard sets a week from bench press, incline press, and dips — solidly in the productive volume range for most trained lifters.

  • Beginners: Junk volume risk is lower since less total volume is needed to grow — focus on consistency and technique before adding extra sets.
  • Intermediate/advanced lifters: Audit weekly sets per muscle group across all exercises, not just per session, before adding more accessory work.
  • Time-crunched lifters: Cutting likely-junk sets (redundant isolation work, sets far from failure) can free up gym time without costing progress.

Common misconceptions

  • "More sets is always better for muscle growth." Volume research shows a rising-then-flattening relationship — extra sets past a muscle's productive range add fatigue without a matching increase in growth.
  • "Junk volume only means doing too many total sets." It also includes sets that provide too weak a stimulus to count — very light warm-up-style sets or ones stopped many reps short of failure — even at a normal total set count.
  • "Any isolation exercise added at the end of a workout is junk volume." Isolation work is only junk volume if the muscle is already at or beyond its productive weekly volume — the same exercise is legitimate, useful volume for an under-trained muscle group.

They're related but different — junk volume describes sets that don't add benefit, while overtraining describes a broader state of excessive training and poor recovery hurting performance across the board.

Should I cut junk volume from my program?

Usually yes, if you can identify it confidently — trimming low-value sets frees up recovery capacity for the sets that are actually driving progress, or for other under-trained muscle groups.

Can junk volume ever be useful?

Occasionally, for warm-up, technique practice, or light active-recovery-style work — but as a growth stimulus, sets that don't add to hypertrophy are, by definition, not useful for that goal.
