What is Sumo Deadlift?

A sumo deadlift is a deadlift variation performed with a wide stance, toes turned out, and the hands gripping inside the knees, producing a shorter, more upright pull that emphasizes the quadriceps and adductors more than the conventional stance.

What is Sumo Deadlift?

A sumo deadlift is a deadlift stance in which the feet are set wide with the toes turned out and the hands grip the bar inside the legs. Because the hips start closer to the bar than in conventional, the torso can stay more upright and the bar travels a shorter distance from the floor to lockout. This shorter, more vertical pull shifts more of the work onto the quadriceps and adductors, while the hamstrings and lower back do comparatively less than in the conventional stance.

How it works

Setting up sumo means taking a stance outside shoulder width with the toes turned out, pushing the knees out in that same direction so the shins sit close to vertical, and gripping the bar inside the knees. Because the hips are already closer to the bar, the lift can begin with a more upright torso than conventional. The lifter drives the knees out and the floor away simultaneously, then finishes by driving the hips through to lockout. Escamilla et al. (2002) found greater quadriceps activation in sumo than conventional, with no significant difference in lower-back (erector spinae) activity between the two styles.

How to apply it

  • Wide stance, toes out: Set your feet outside shoulder width with toes turned out roughly 30-45 degrees so your shins can stay near vertical.
  • Knees pushed out over the toes: Push your knees out in the same direction as your toes before gripping the bar, so your shins sit close to vertical and near the bar.
  • Grip inside the knees, chest tall: Hands go inside the knees on the bar; because the hips start closer to the bar, your torso can stay more upright than in conventional.
  • Drive the knees out, then the hips through: Push the floor away and drive the knees outward as the bar leaves the floor, then finish by driving the hips forward to lockout.

Say you sumo deadlift 100 kg for a single set of 5. Here's a simple 4-week progression.

Because sumo's range of motion is shorter, some lifters can add weight faster than in conventional, but lower-back and hip-adductor recovery still cap how often you should jump.

Sumo's shorter range of motion often lets a lifter move the most total weight; conventional builds more raw hip-hinge and back strength. Both are legal in every major federation.

  • Lifters with long torsos or short arms: Often pull more weight in sumo because the wide stance and upright torso shorten the distance the bar has to travel.
  • Beginners: Can start with either stance, but sumo's hip-mobility demands (external rotation) mean some beginners benefit from mobility work first.
  • Powerlifters chasing a max total: Testing sumo is common since its shorter range of motion can add kilograms to the total versus conventional for the same underlying strength.

Common misconceptions

  • "Sumo is a shortcut or 'cheating' way to deadlift more." Sumo is a fully legal competition stance in every major powerlifting federation; it changes joint angles and range of motion, not the fact that the bar still has to travel from the floor to lockout.
  • "Sumo doesn't work the lower back." Escamilla et al. (2002) found no significant difference in erector spinae activation between sumo and conventional — sumo shifts more of the leg-drive work to the quads and adductors, but the lower back still stabilizes the spine throughout.
  • "Sumo is only for lifters with long arms." Hip and stance mobility matter more than arm length; many lifters with average or short arms pull sumo successfully once they build the hip external-rotation mobility the stance requires.
