What is Tempo training?

Tempo training is a resistance-training method of controlling the speed of each phase of a lift with a 4-digit tempo code, such as a 3-1-1-0 squat that lowers in 3 seconds and pauses 1 second at the bottom, to increase time under tension and build better control of the weight.

What is Tempo training?

Tempo training makes the speed of a lift an explicit, prescribed variable instead of letting it happen by accident. A coach or lifter assigns a tempo code — 4 digits covering the eccentric (lowering), the pause at the bottom, the concentric (lifting), and the pause at the top, each in seconds — so every rep of a set is performed at a deliberately controlled speed.

How it works

Each digit of the tempo code targets a different phase of the lift: a slower eccentric increases time under tension and mechanical stress during the muscle-lengthening phase, a pause removes stored elastic energy and the stretch reflex so the concentric starts from a dead stop, and an explosive concentric intent (often marked with an 'X') trains rate of force development even when the bar itself moves slowly under a heavy load. Meta-analyses find a broad range of rep durations, roughly 2-8 seconds, produce similar hypertrophy — the main practical benefit of tempo training is better technique, control, and honest strength, not a guaranteed larger muscle-growth effect from slowing down.

The formula

Tempo = eccentric-bottom pause-concentric-top pause (seconds); time under tension (TUT) = seconds per rep × reps

A 3-1-1-0 tempo for 8 reps = 5 seconds per rep × 8 reps = 40 seconds of time under tension for that set. Research shows a broad 2-8 second rep-duration range produces similar hypertrophy; only very slow tempos (beyond roughly 8-10 seconds per rep) appear to underperform.

How to apply it

  • Slow eccentric: e.g. 4-0-1-0 — used to add control and time under tension without adding load.
  • Paused reps: e.g. 2-2-1-0 — removes the stretch reflex and momentum, common for bench press and squat technique work.
  • Explosive concentric (X tempo): e.g. 3-0-X-0 — trains rate of force development and power under a controlled, deliberate eccentric.

A 3-1-1-0 tempo bench press for 6 reps.

  • Beginners: Use tempo training — especially a slower eccentric and a bottom pause — to build control and consistent depth before chasing heavier weights.
  • Hypertrophy-focused lifters: A moderate 2-4 second eccentric with a brief pause is enough — very slow (8+ second) tempos mostly make sets harder without adding extra muscle growth.
  • Strength/power lifters: Combine a controlled eccentric with maximal explosive concentric intent (X tempo) even under heavy loads — bar speed may look slow, but the intent still trains power.

Common misconceptions

  • "Slower tempo always builds more muscle." Meta-analyses find similar hypertrophy across a wide 2-8 second rep-duration range; only very slow reps (past roughly 8-10 seconds) appear to underperform, mainly because they force lighter loads and fewer total reps.
  • "Explosive lifting and tempo training are opposites." An 'X' in the concentric slot of a tempo code means maximal explosive intent, not a fast eccentric — tempo training and explosive or power-focused training can be combined in the same rep.
  • "Every set needs a special prescribed tempo." Most programs only prescribe tempo for specific blocks, like a hypertrophy or technique phase — everyday working sets are often left at a natural, uncoached tempo.
