Grip is the quietest limiter in the gym — nobody plans their program around it, yet it decides how many deadlifts and rows you actually finish. Why does grip strength matter?
Grip strength matters because it is usually the first thing to fail on deadlifts, rows and pull-ups — when your hands give out, the set ends before the target muscle is done. It is also one of the best whole-body markers researchers have: weak grip tracks with higher risk of death and disease, independent of the rest of your training.
On a heavy pull, force travels from the floor, up your legs and back, and out through your hands. If the weakest link is your grip, everything upstream is capped by it. You might have the back strength for a 180 kg deadlift and still miss it because the bar rolls out of your fingers at 160. That is why grip is worth training on its own terms, not left to develop by accident.
Beyond the barbell, grip strength is a surprisingly good proxy for total-body strength and muscle mass, which is why sports scientists use a cheap handheld dynamometer to gauge an athlete's readiness. A 2017 review in the Journal of Strength and Conditioning Research found handgrip strength correlated with performance across a range of sports, from rowing and climbing to combat sports, and tracked general strength closely enough to be a useful screening test. What are the three types of grip strength?
There are three trainable types of grip: crushing grip (closing your fingers around a handle), supporting or holding grip (gripping a heavy load for time, as in a carry or deadlift), and pinch grip (holding a load between thumb and fingers with no wrap-around). Each one responds to different exercises, so a complete program trains all three.
Most lifters only ever train one type by accident — usually the supporting grip they use on deadlifts — and wonder why their pinch or crushing strength is nowhere. Knowing the three lets you spot which one is holding you back and target it directly. Here is how they break down.

The three overlap — a heavy hold trains supporting grip while a thick bar adds a crushing demand — but they do not fully substitute for each other. If you only ever squeeze a gripper, your holding grip on a deadlift will lag; if you only ever deadlift, your pinch strength stays weak. Build a little of each and your hands become genuinely hard to beat.
What are the best exercises to train grip?
The best grip exercises match the three grip types: dead hangs and heavy barbell holds for supporting grip, farmer's and suitcase carries for holding a load under fatigue, plate pinches for pinch grip, and thick-bar work plus wrist curls to build the forearm around all of them. Train them with both timed holds and hard reps.
You do not need a garage full of specialty gear. A pull-up bar, a loaded barbell, a couple of plates and some chalk cover almost everything below. The conventional deadlift and pull-up already build serious grip on their own — these movements sharpen the qualities those big lifts miss.

How do you program grip training?
Program grip work 2–3 times a week, 4–8 hard sets total, always at the end of a session so a pre-fatigued grip does not cut your deadlifts and rows short. Rotate a holding movement, a pinch movement and some direct forearm work, and apply progressive overload — add load or time week to week.
The forearms recover quickly, so you can train them more often than, say, your legs. But "more often" is not "endlessly" — heavy holds and pinches still need a day or two between hard sessions, and the elbow tendons get cranky if you grind maximal grip work daily. Two to three focused slots a week is the sweet spot for most lifters. A simple weekly layout, bolted onto training you already do:

Progression is the part people skip. Grip responds to progressive overload exactly like any other muscle: if your dead hang stays at 30 seconds and your carry stays at 24 kg for two months, you are maintaining, not building. Add weight to the hold, distance to the carry, or a rep to the wrist curl each week, and write it down so you actually know last week's number. Straps or raw grip — when should you use each?
Lifting straps are not cheating — they are a tool that lets you overload your back and traps beyond what your grip can hold, which is useful on heavy rows and shrugs. The catch is that if you strap everything, your grip never gets trained. Use straps on your heaviest back work and pull raw the rest of the time.
The research backs up why straps help on the back but hurt on grip. In a 2021 study in Physiology & Behavior, lifters using straps in the deadlift moved the bar faster, reported lower effort and felt far more secure at heavy loads than without them. [5] A companion study found straps shifted the entire load-velocity profile of the deadlift upward — you can grind out more reps and heavier weights when your grip is taken out of the equation. [6] That is exactly the point: straps let the back keep working after the hands would have quit.
The flip side is obvious. Every set you strap is a set your grip does not train. So the honest answer is to split the difference: strap your heaviest back-focused work — rack pulls, heavy shrugs, top-set rows — where the goal is loading the back, and pull raw on your working deadlift sets and lighter rows where grip can keep up. Then treat grip as its own quality with the direct work above. Chalk and a mixed or hook grip on max singles will take you a long way before straps are even needed.
Forearm size versus grip strength — are they the same thing?
Forearm size and grip strength overlap but are not the same goal. Grip strength is largely about the finger flexors and connective tissue that let you hold and crush, built with heavy, low-rep holds. Visible forearm size comes from higher-rep wrist curls and reverse curls that build the muscle bellies you can actually see.
A powerlifter can have a vice-like grip without especially big forearms, and a bodybuilder can have thick forearms that give out on a heavy hold. The two adaptations respond to different training. If your goal is a stronger grip for lifting, prioritise heavy holds, carries and pinches in lower rep and time ranges. If you also want forearms that fill a sleeve, add direct wrist curls and reverse curls in the 12–20 rep range, where the muscle gets enough volume and time under tension to grow.
The good news is they feed each other. Bigger forearm muscles give you more potential to produce grip force, and heavy grip work thickens the tissue over time. Train both ends — heavy holds for strength, higher-rep curls for size — and you get hands that are strong and forearms that look it. What does the research say about grip strength and longevity?
Grip strength predicts far more than gym performance. In the PURE study of nearly 140,000 adults, each 5 kg drop in grip strength was linked to a 16% higher risk of death from any cause. It is now used as a cheap, fast biomarker of overall strength, muscle mass and healthy ageing.
The PURE study, published in The Lancet in 2015, followed adults across 17 countries and found grip strength was a stronger predictor of cardiovascular death than systolic blood pressure. [1] That does not mean squeezing a gripper makes you live longer — grip is a marker, not a magic lever. It reflects total muscle mass, nervous-system health and physical activity, all of which genuinely matter for longevity.
Later work sharpened the picture. A 2018 meta-analysis pooling data from roughly two million men and women found that greater muscular strength — grip included — was associated with a markedly lower risk of all-cause mortality. [3] And Bohannon's 2019 review argued that grip strength is reliable, quick and cheap enough to serve as an "indispensable biomarker" for tracking health in older adults, flagging frailty and predicting recovery from illness or surgery. [2] The practical takeaway is simple: training your grip is a small part of building the overall strength that these studies actually reward, so it is worth doing for reasons that outlast any single deadlift PR.
What are the most common grip training mistakes?
The most common grip mistakes are strapping every set so the grip never gets trained, only ever training one grip type, doing grip work before the big lifts instead of after, and never actually progressing — the same hang or carry for months on end. Fix these and grip almost trains itself.
- Strapping every set. — If you wrap straps around every heavy pull, your grip never sees the load and never adapts. Save straps for your heaviest back work and pull raw the rest of the time.
- Only training one grip type. — A gripper builds crushing strength but does nothing for pinch or holding grip. Rotate a carry, a hold and a pinch so all three qualities move up together.
- Doing grip work first. — Fry your forearms early and your deadlifts, rows and pull-ups all suffer for the rest of the session. Grip work belongs at the end, after the big lifts are done.
- Never progressing. — The same 30-second hang for three months is maintenance, not training. Add weight, time, or reps each week the same way you would on any other lift.
- Chasing soreness over numbers. — Forearms that ache are not proof of progress. Track the load on your holds and the distance on your carries — that is what tells you the grip is actually getting stronger.
None of these are exotic. Grip rewards the same boring consistency as the rest of lifting: a few hard sets a couple of times a week, pulled raw when you can, with the numbers trending up. Keep it at the end of the session, cover all three types across the week, and give it a few months. How long does it take to build grip strength?
Most people feel a noticeable difference in 4–6 weeks of training grip 2–3 times a week, and see clear carryover to deadlifts and pull-ups by 8–12 weeks. Grip responds quickly at first because early gains are partly neural, then slows like any other lift.
Do deadlifts build grip strength?
Yes. Heavy deadlifts and rows are some of the best supporting-grip work there is, because you hold a near-maximal load in a closed hand. Pull them raw whenever you can. If your grip fails before your back, add dead hangs and holds rather than reaching straight for straps.
Are lifting straps cheating?
No. Straps are a tool, not cheating. They let you overload your back and traps beyond what your grip can hold, which is genuinely useful on heavy rows and shrugs.
