What does it take to do a pull-up?
A pull-up is a test of relative strength: you pull your entire bodyweight up with your back and arms. That means two levers move you toward a first rep — building pulling strength in the lats, mid-back and biceps, and managing the bodyweight you have to lift. Both matter, and you can train both at once.
Think of it as a ratio. On one side is how much force your back can produce; on the other is how heavy you are. A 60 kg beginner with a moderately strong back will often pull before a 95 kg beginner with the same strength, simply because there’s less to lift. That isn’t a reason to crash-diet — it’s a reason to train the pull pattern hard and, if you’re carrying a lot of excess weight, let a modest fat loss help the maths.
The prime movers are the latissimus dorsi (the big fan of the back), the lower and mid trapezius and rhomboids between the shoulder blades, and the biceps and brachialis at the elbow. A pull-up is a compound exercise — several joints and muscles working together — which is exactly why it feels hard and why it builds so much upper-body strength once you can do it. Two people who can’t yet do one usually share the same gap: their back can’t yet generate enough force through the full pull. The ladder below closes that gap in order.

What is the pull-up progression ladder?
The progression runs from a dead hang to a weighted pull-up in nine rungs: dead hangs, scapular pulls, active hangs, band or machine-assisted reps, slow negatives, partial reps, your first full rep, building reps, then adding weight. Work each rung until you hit its target, then move on — don’t skip.
This ladder is coaching experience, not a lab protocol — it’s the order we’ve found gets the most people to a first rep with the fewest stalls. The strength research backs the individual rungs (negatives and assisted reps both build the pattern under load), but the sequencing is a coach’s call. Move up when you clear the target in the last column, and drop back a rung for a session if a step suddenly feels ragged.

Two rungs do most of the heavy lifting. Negatives — jumping to the top and lowering under control for a five-count — let you handle your full bodyweight before you can lift it, and eccentric training is a proven strength builder. [4] Band-assisted reps let you practise the whole groove: a band gives the most help at the bottom, where you’re weakest, and the least at the top, so it scales as you improve. Use the two together and you’ll usually feel the first rep coming before you can do it.
What does a good pull-up look like?
A clean pull-up starts from a full dead hang with straight arms, initiates by pulling the shoulder blades down, then drives the elbows to the floor until the chin clears the bar — all under control, with no swinging or kipping. Lower yourself the whole way back to a dead hang. That full range is the rep; anything shorter is a partial.
The order of events matters. Most beginners try to bend the elbows first and stall immediately. Instead, begin every rep by depressing the shoulder blades — the scapular pull from step 2 of the ladder — then let the arms follow. Keep a slight hollow-body position: ribs down, legs together and quiet, glutes lightly squeezed. That tension stops the swinging that turns a strict rep into a kip.
For strength, keep it strict. Kipping — using a hip swing to throw yourself up — is a real skill in CrossFit conditioning, but it lets momentum replace the back strength you’re trying to build, so it won’t get you to a strict rep any faster. How do you program the progression?
Train the pull pattern 2–3 times a week, matching the work to your current rung. When you’re still building a first rep, favour frequent, sub-maximal practice — several short sets of negatives and band reps — rather than one grinding session. Once you can do a few strict reps, shift to 2 harder sessions a week and add reps, then weight.
The ACSM’s resistance-training guidance is to work each muscle group at least twice a week, which fits the pull-up well. [6] The pattern tolerates frequency because early sessions are practice as much as they are a workout. That’s the logic behind greasing the groove — a method popularised by coach Pavel Tsatsouline — where you do a few easy reps often, never to failure, so the movement gets stronger through repetition rather than exhaustion.

Aim for roughly 30–60 quality pull-focused reps a week while you’re chasing the first rep, spread so no single set turns into a sloppy grind. Once you’re past a few strict reps, progressive overload takes over: add a rep here and there until you can do sets of 8–12, then start adding load. Pull-up vs chin-up vs neutral grip — which should you use?
The pull-up (palms away) is the hardest because the biceps help least; the chin-up (palms toward you) is easiest because the biceps assist strongly; the neutral grip (palms facing each other) sits in between and is usually the kindest on the shoulders and elbows. Pick the grip you can do cleanly and progress from there.
Grip changes how much your arms pitch in more than which back muscle works. EMG research on pull-up variations found latissimus dorsi activation was similar across pronated, supinated and neutral grips, so grip is mostly a question of comfort and biceps involvement, not lat recruitment. [2] A separate study measuring muscle activity across the pull-up, chin-up and a rotating-handle version found the biceps worked hardest in the chin-up, which is exactly why chin-ups feel easier. [1]

Practically, many people earn their first bodyweight rep as a chin-up or neutral-grip rep, then transfer that strength to a strict pull-up. That’s a smart order, not cheating. On grip width, don’t overthink it: a grip at or slightly past shoulder width works for most lifters, and you don’t need an extreme wide grip to hit the back — research on the related lat pulldown found grip width had little effect on lat activation. Which accessory lifts carry over to pull-ups?
The best carry-over comes from other pulling work: the lat pulldown trains the identical vertical pattern at a load you control, while rows build the mid-back and rear delts a pull-up leans on. Use these to add back strength you can’t keep overloading with bodyweight alone.
The lat pulldown is the single most useful accessory because it’s the same movement scaled to any weight — you can train the pull pattern heavy, or lighter than your bodyweight, whichever you need that day. Rows fill the other gap, loading the horizontal pull that keeps your shoulder blades strong and healthy under a bar.

How long does it take to get your first pull-up?
Most untrained adults reach a first strict pull-up in about 8–16 weeks of consistent training two to three times a week. Lighter lifters and those with prior back training often get there sooner; completely new or heavier lifters may need 4–6 months. The timeline is a range you can shorten, not a fixed sentence.
Progress is genuinely trainable — this is a skill and a strength quality, both of which respond to practice. The people who stall usually aren’t weak; they’re inconsistent, or they only ever attempt full reps and never do the negatives and band work that build the pattern. Keep the sessions regular, keep most of the work sub-maximal, and test a full rep every 2–3 weeks rather than every day. When the negatives start feeling slow and controlled instead of a barely-braked drop, your first rep is close.
Once it arrives, the goal shifts from getting a rep to getting more of them, then adding weight. There’s no finish line here — a strong weighted pull-up is years of progressive overload away, and that’s the fun part.
What are the most common pull-up mistakes?
The mistakes that stall pull-up progress are predictable: training only full reps you can’t yet do, kipping to inflate the count, running too little weekly volume, cutting the range short, ignoring bodyweight, and testing a max attempt every session. Fix these and the ladder does its job.
- Only ever training full reps. — If you can’t do one yet, grinding out failed jumps builds almost nothing. Negatives, band reps and scapular pulls give your back the volume it actually needs to adapt.
- Kipping to hit a rep count. — Swinging and using the hips to throw yourself up inflates your numbers but skips the strength. For strict-strength goals, keep the torso quiet and pull with the back.
- Not enough weekly volume. — One hard session a week rarely moves the needle. The ACSM recommends training a muscle at least twice weekly; the pull pattern responds well to frequent, sub-maximal practice.
- Half-range reps. — Stopping with the elbows bent, or never reaching a full dead hang, trains a smaller motion than you’re claiming. Chin over the bar at the top, arms straight at the bottom.
- Ignoring bodyweight. — A pull-up is bodyweight divided by back strength. Losing a few kilos of excess mass can be the difference between a grinding negative and a clean first rep.
- Chasing your first rep every session. — Testing a max attempt daily just fatigues you. Test roughly every 2–3 weeks and spend the rest of the time building strength.
None of these are exotic. The through-line is patience: the back adapts to steady, honest volume over weeks, not to heroic single efforts. Train the rung you’re on, clear its target, then climb. Negatives are one of the fastest ways to bridge the gap from zero to your first rep.
Should I use a resistance band or the assisted pull-up machine?
Both work; pick whichever you have. A band gives the most help at the bottom and least at the top, which mirrors the hardest part of the movement. The machine offers steadier, adjustable assistance. Use the least help that still lets you complete clean reps, and reduce it over time.
How many pull-ups should I do per week?
When you’re building toward your first rep, aim for roughly 30–60 quality reps of pull-work (negatives, band reps, partials) spread across 2–3 sessions. Once you can do a few strict reps, 2 harder sessions a week with progressive overload is enough for most people to keep adding reps.
Is kipping bad?
Not inherently — kipping is a legitimate CrossFit skill for high-rep conditioning. But if your goal is strict pulling strength, kipping lets momentum do the work your back should be doing, so it won’t build the strength you’re after. Learn the strict pull-up first, then add kipping later if your sport needs it.
Does grip width change which muscles work?
