How to track your workouts.

To track workouts, log the exercise, load, reps, sets, and how many reps you left in reserve (RIR) for every working set, plus a note on anything unusual. Then use those numbers to beat last week by a rep or a small plate. Pick one method you will actually open at the rack, and review the trend weekly.

What should you log in every workout?

Log the exercise, the load, the reps, the number of hard sets, and your reps in reserve for every working set — plus a short note on anything unusual. Those five numbers are the minimum that let you compare this week to last and prove you are progressing rather than just showing up.

Most people log too little, not too much. Writing down "bench, felt good" tells you nothing next week. The fix is to capture a small, fixed set of fields for each hard set so the entries are comparable over time. Warm-ups do not need logging — only your working sets, because those are the ones that count toward volume and the ones you try to beat.

You do not need every field every time. Load, reps and RIR are non-negotiable; rest and notes are situational; bodyweight is a weekly entry, not a per-set one. The point is a consistent record — the weekly volume and load trends only mean something if you capture them the same way each session.

Why does tracking your workouts work?

Tracking works because it forces the two variables that actually drive results: progressive overload and adequate weekly volume. A log turns "did I do more than last time?" into a yes-or-no answer, and it exposes stalls weeks before your mirror or your motivation would.

Start with the mechanism. Muscle and strength adapt to a demand that keeps rising — that is progressive overload, and you cannot apply it if you do not know last week's numbers. Volume is the other lever: Schoenfeld, Ogborn and Krieger's 2017 meta-analysis found a graded dose-response between weekly sets and muscle growth, with each additional weekly set associated with roughly a 0.37% increase in muscle gain. [1] You cannot manage a dose you never count, and a log is how you count it.

Key finding

Self-monitoring is one of the most reliable behaviour-change techniques in the research. A meta-analysis of 138 studies found that prompting people to monitor progress toward a goal reliably increased goal attainment — and the effect was larger when that progress was physically recorded. [4]

There is a behavioural payoff on top of the physiological one. Michie and colleagues' meta-regression of healthy-eating and physical-activity interventions found that self-monitoring was among the techniques most strongly associated with success. [5] In plain terms: knowing you have to log a set makes you likelier to make it count, and seeing a flat line for three weeks makes you likelier to change something. How do you log effort with RIR and RPE?

Record effort as reps in reserve (RIR) — how many reps you stopped short of failure — or as an RPE from 1 to 10. For most hypertrophy work, aim to finish sets at 0 to 3 RIR, which maps to roughly RPE 7 to 10, and write that marker next to every logged set.

Load and reps alone miss half the story. Three sets of eight at 40 kg finished at 3 RIR is a different stimulus from the same numbers finished at 0 RIR, and only the effort marker distinguishes them. The RIR and RPE scales were validated for lifting by Zourdos and colleagues, whose repetitions-in-reserve-based scale gives you a practical, session-to-session way to gauge how hard each set really was. [2]

One honest caveat: people are not great at judging proximity to failure, especially beginners and especially on the first set. Halperin and colleagues' 2022 review found that lifters tend to underpredict how many reps they could still do — they think they are closer to failure than they are. [3] So bias your logged RIR slightly lower than it feels, and expect your accuracy to sharpen as you take more sets genuinely close to failure. Over a block, that logged effort column is what lets you use autoregulation — pushing on days you feel strong, backing off when the RIR at a given weight quietly drops.

The best tracking method is the one you will actually open at the rack. The honest trade-off: paper wins on friction but loses on math. Every hard set has to be totalled into weekly volume per muscle, your 1RM re-estimated from your rep work, and your rest kept honest — and doing that by hand is where paper and even spreadsheets quietly fall down. How do you set up a simple tracking system?

Set up tracking in three steps: fix your exercises for the block, pre-load the session so you only fill in results, and log each set during your rest period. A good system takes seconds per set and never asks you to remember anything after you leave the gym.

The single biggest setup decision is keeping your main lifts stable. You cannot beat last week if last week was a different exercise, so lock in your key movements for a training block of four to eight weeks and let the numbers accumulate. Rotate accessories if you like, but treat your compounds as fixed appointments with a number.

Then reduce the in-session effort to almost nothing:

  • Pre-write the plan. Before you start, the session should already list each exercise with its target sets, rep range and load. Now you are only recording what happened, not deciding it mid-set.
  • Log in the rest window. You are sitting for two minutes anyway. Enter load, reps and RIR the moment you rack the weight, while the numbers are exact — not from memory later.

If a system takes more than about five seconds per set, you will abandon it in week three. Optimise for speed at the rack over completeness of fields — a fast log you keep beats a perfect log you quit.

How do you use a log to drive progressive overload?

Use your log by opening last week\'s entry before each set and beating it — one more rep, a small plate jump, or the same set at a lower RIR. When you hit the top of your rep range on every set, add load next session and let the reps reset. That loop, tracked, is progressive overload in practice.

The cleanest method for most lifters is double progression: pick a rep range (say 8 to 10), add reps at a fixed load until you hit the top of the range on all sets, then add the smallest possible load and start climbing again. Without a log this is guesswork; with one it is arithmetic. Here is a real five-week progression on one lift, exactly as it would appear in your tracker.

Notice that week 4 looks like a step back — fewer reps than week 3 — but it is not. You added load, so a temporary rep drop is the point, not a problem. Only the log makes that legible; from memory, week 4 would feel like a bad session. This is also how you spot a genuine stall: if weeks 3, 4 and 5 all read 10, 10, 10 at 40 kg with the same RIR, progression has stopped and it is time to change a variable or run a deload. How do you review your training data?

Review on two clocks: a weekly skim to confirm the numbers are trending up, and a deeper audit at the end of each four-to-eight-week block. The weekly glance catches drift early; the block review decides which lifts to push, which to change, and when to deload.

The weekly skim answers one question per lift — did I beat last week on load, reps, or effort? If yes on most lifts, keep the plan running; do not fix what is climbing. The block review is where you look at the shape of the whole trend:

  • Estimated 1RM trend. Your top-set load and reps convert to an estimated one-rep max; a rising line across the block confirms real strength progress even when day-to-day reps wobble.
  • Weekly volume per muscle. Total your hard sets per muscle and check them against the volume landmarks — under about ten weekly sets a lagging muscle usually wants more; past twenty with poor recovery, it usually wants less.
  • Effort creep. If the RIR at a given weight has quietly climbed from 1 to 3, you are accumulating fatigue faster than fitness. That is your deload signal, and it shows in the log long before it shows in your mood.

What are the most common tracking mistakes?

The common tracking mistakes are almost always the same handful: logging only good days, recording load but not reps or RIR, filling the log in from memory, swapping exercises weekly, ignoring rest times, and never actually reviewing the data. Each one quietly corrupts the record you are supposed to trust.

  • Only logging your good days. — A log full of PRs and blank bad days lies to you. Record the grindy sessions too — those are the ones that reveal a stall or a fatigue problem early.
  • Logging load but not reps or RIR. — Weight alone hides most progress. Adding a rep at the same load, or the same set at a lower RIR, is real overload that a load-only log throws away.
  • Filling it in from memory afterwards. — By the drive home you have already rounded up. Log each set the moment you rack the weight, while the number and the effort are still exact.
  • Swapping exercises every week. — You cannot beat last week if last week was a different lift. Keep your main movements fixed for a training block so the numbers stay comparable.
  • Ignoring rest times. — Resting four minutes instead of two will hand you an extra rep that looks like progress but is not. Note your rest and keep it consistent between weeks.
  • Never reviewing the data. — A log you only write and never read is a diary, not a tool. Skim the trend weekly and audit each lift at the end of a block to decide the next move.
  • Ego-logging. — Rounding 8.5 reps up to 9, or logging a quarter-rep as a full one, corrupts your own record. Track honest, full-range reps or the whole system stops working.

The thread running through all of these is honesty. A training log is only as useful as it is accurate, and every rounded-up rep or forgotten rest timer makes next week\'s decision a little worse. What should I track in a workout?
