How do you bring up a lagging muscle?

To bring up a lagging muscle, prioritize it. Train it first in the week and first in the session while you are fresh, add hard sets so its weekly volume climbs toward the top of its range, and raise its frequency to two or three sessions a week. The reason people stall on a weak point is almost always ordering, not effort in the moment. If your arms only ever get trained after a full back and chest session, they get your leftovers — tired, half-hearted sets at the end. Move them to the front and they get your best work. That single change, plus a bit more volume and frequency, fixes most "stubborn" muscles. This is the bodybuilding version of a simple truth: the muscle you train hardest, first, and most often is the one that grows.

The catch is recovery. You cannot push one muscle to the top of its range while everything else stays maximal — your total workload will outrun what you can recover from. So a real fix has two halves: raise the priority muscle, and pull the rest back. That trade is the whole idea behind a specialization block, covered below.

Is the muscle really lagging, or are you just impatient?

A genuinely lagging muscle is one that is visibly behind its neighbours on your own body and has usually been trained last, least, or with the least effort. Impatience after a few months of training — comparing yourself to a pro or expecting a body part to pop overnight — is far more common than an actual weak point.

Before you rearrange your whole program, run an honest audit. Take relaxed and flexed photos in the same light every four to six weeks; the mirror lies day to day, photos do not. Ask whether the muscle is behind your own physique or just behind someone with a decade more training and better genetics for that area. And check your logbook: has the muscle actually been trained first, hard, and two or three times a week? Most of the time the answer is no, which means the problem is the training, not the muscle.

What are the levers, in the order that matters?

Volume sits near the top for good reason. Schoenfeld, Ogborn and Krieger's dose-response meta-analysis found each additional weekly set was associated with roughly a 0.37% increase in muscle gain, and higher-volume groups grew about 3.9% more than lower-volume ones. How do you run a specialization block?

A specialization block is a 6-10 week phase where one lagging muscle gets prioritized — trained first, two to three times a week, at the top of its volume range — while every other muscle drops to maintenance. The reduced work elsewhere frees up the recovery the priority muscle needs to grow faster than it normally would.

Pick one muscle (two only if they are small and recover fast, like calves and side delts). Build your week so the priority muscle opens the most sessions, then hold everything else with just enough volume to maintain. Here is the template.

Keep most priority sets within 0-2 reps of failure, and lean on hypertrophy-friendly loads — the 2021 loading review confirms growth happens across a wide range of loads as long as effort is high, so you can mix heavy and lighter, higher-rep work on the target muscle. How much extra volume is safe to add?

Push the lagging muscle toward the top of its weekly range — often 18-25 hard sets — but add it gradually, a few sets at a time. The real ceiling is your maximum recoverable volume, not a fixed number. When reps, load or performance on that muscle start sliding week to week, you have gone past what you can recover from.

Ramp up: if a muscle was getting 10 sets, go to 14, then 17, then 20 over successive weeks, watching your logbook. Watch for the warning signs that you have overshot: the target muscle stops adding reps, feels flat and joint-achy, or your sleep and appetite tank. Those mean you have run past your recoverable volume — back off two or three sets and hold. Adding more junk sets on top of that only digs the hole deeper.

Why must you pull your other muscles back to maintenance?

Recovery is a shared budget. You cannot push one muscle to the top of its range while every other muscle also runs maximal — your total workload will exceed what you can recover from, and nothing grows well. Dropping everything else to maintenance frees up recovery for the priority muscle, and maintenance volume holds your existing size for the length of a block.

This is the part lifters resist, because it means backing off the muscles they enjoy training. But maintenance is not detraining. Roughly 4-8 hard sets per muscle per week is enough to keep the size you already built for a couple of months — you are pressing pause on progress there, not going backwards. Think of it as a budget you reallocate rather than expand. If chest is your strong point and it stays at 16 sets while you also try to blast your lagging back at 22, you overspend and both underperform. Cut chest to 6 maintenance sets and back suddenly has the recovery room to take the extra work. Come block's end, chest resumes progressing right where it left off. Common lagging muscles and how to fix each

The usual weak points — arms, calves, side delts, upper chest and hamstrings — each fail for a specific, fixable reason, usually an ordering or angle problem rather than genetics. Match the fix to the cause: train the muscle first, cover the missing angle, and use a full range with real effort.

What are the common mistakes that keep a muscle lagging?

The mistakes are almost always the same: adding volume everywhere at once, refusing to deprioritize your strengths, piling on junk volume, bailing after two weeks, and blaming genetics before auditing your actual training. Fix these before you decide a muscle is a lost cause.

  • Adding volume everywhere at once. — If you bump every muscle up, nothing gets a real priority and your total workload outruns recovery. A specialization block only works because you free up recovery by cutting elsewhere.
  • Refusing to deprioritize your strengths. — The muscle you love training is usually already ahead. Holding it at maintenance for 8 weeks will not shrink it — and it is the budget that funds bringing the weak point up.
  • Piling on junk volume. — Twenty sloppy half-range sets with momentum grow less than 14 hard, full-range ones. Extra sets that add fatigue without stimulus are wasted recovery.
