What does time under tension (and tempo) actually mean?
Time under tension is the total time a muscle stays loaded during a set — the sum of every rep's lowering, pausing and lifting phases. Tempo is the speed of those phases, usually written as four numbers. A 10-rep set at a 2-second lower and 1-second lift adds up to roughly 30 seconds of TUT.
You control TUT through tempo. The standard notation is four digits, read in order for each phase of a single rep: the eccentric (lowering), the pause at the stretched position, the concentric (lifting), and the pause at the top. Coaches write it like 3-1-1-0, and an "X" in the third slot means "lift explosively" rather than counting a fixed time.

So a bicep curl at 3-1-1-0 means: lower the dumbbell over 3 seconds, pause 1 second at the bottom, curl up in 1 second, no pause at the top, repeat. The key distinction most people miss is that time under tension is an outcome of your tempo and rep count, not a training variable you set directly. You do not chase 40 seconds of TUT; you pick a tempo and a rep target, and the TUT falls out of that.
Does a slower tempo build more muscle?
No. When Schoenfeld, Ogborn and Krieger pooled the research in a 2015 systematic review and meta-analysis, muscle growth was similar whether reps lasted roughly 0.5 to 8 seconds. Only very slow reps, dragged past about 8–10 seconds each, produced measurably worse hypertrophy. [1]
Here is the mechanism people get wrong. Slowing a rep down forces you to use a lighter weight and cuts how many quality reps you can do. Both of those reduce the training stimulus. So the extra seconds "under tension" are bought by sacrificing load and volume — the two things that reliably drive growth. Wilk and colleagues reached the same conclusion in their 2021 review of movement tempo: a very slow tempo tends to reduce the number of reps completed and the load handled, which can limit the total stimulus rather than add to it. What about the studies showing slower reps raise muscle protein synthesis? Burd and colleagues found in 2012 that a 6-second-per-phase tempo produced a greater rise in myofibrillar protein synthesis than a fast tempo when sets were taken to failure. [3] That sounds like a win for slow reps — but it is an acute, few-hour signal, not weeks of measured growth, and it held only because both conditions went to failure. Over full training programs, that short-term signal has not translated into more actual muscle. The honest summary: control matters, ultra-slow does not.

If slow reps aren't magic, what does tempo actually do?
Tempo's real job is quality control, not extra growth. A controlled eccentric keeps tension on the target muscle, improves technique and the mind-muscle connection, protects joints on lighter work, and makes your reps repeatable so progressive overload actually reflects strength — not momentum.
Think of tempo as the steering, not the engine. Volume and effort are the engine that grows muscle; tempo keeps that engine pointed at the right muscle. A few things a sensible tempo buys you:
- Tension stays on the target. Bouncing a curl or dropping into a squat uses momentum and elastic recoil, which offloads the muscle you are trying to grow. Controlling the eccentric keeps the load where you want it through a full range of motion.
- Better technique and mind-muscle link. Slowing down long enough to feel the working muscle helps on isolation lifts, which is exactly where the mind-muscle connection pays off.
- Joint safety on light and rehab work. A controlled tempo lets you reach high tension with lighter, joint-friendly loads — the reason physios lean on slow eccentrics coming back from injury.
- Repeatable reps. If half your reps are grinders and half are cheat-heaves, your log lies to you. A consistent tempo means beating last week's numbers actually means something.
None of these require a stopwatch. For most people, "lower under control, lift with intent, use a full range, don't bounce" captures 90% of the benefit. Save literal second-counting for rehab, technique fixes, or isolation work where control is the whole point.
What tempo should you actually use?
For most lifting, control the eccentric over 1–3 seconds and lift the concentric with intent. Use a slower, more deliberate tempo on isolation and rehab work; keep the lift fast on heavy compounds so you don't have to drop the load. Reserve super-slow tempos for technique practice, never for chasing growth.
The table below is a starting point by goal, written in standard four-digit notation. These are defaults, not laws — the underlying rule is that effort and full range matter more than hitting an exact cadence.

Notice the concentric is either "1" or "X" (explosive intent) in every productive row — even in the slow rehab prescription you don't deliberately grind the lift. Where does TUT help, and where does it hurt?
Time under tension helps most on isolation lifts, machines, rehab and skill-learning, where control is the goal and the loads are light enough to slow down safely. It hurts on heavy compounds and strength work, where deliberately slowing reps forces you to cut the load and total volume that drive results.

A concrete example. On a lateral raise, a 3-second lower with a light dumbbell keeps tension on the side delt and stops you from swinging — a clear win for tempo. On a heavy barbell back squat for a top set of five, forcing a 5-second descent means stripping 10–15 kg off the bar and gassing out early. You lose far more in load and reps than you gain from the extra seconds. Match the tool to the job: slow down where control is cheap, move with intent where load is king.
How TUT fits with total volume and effort
Time under tension sits underneath the real drivers of growth: weekly volume and proximity to failure. Tempo can raise or lower how much productive work you complete, but it never overrides them. Slow reps that cut your sets and load usually reduce the total stimulus, even though each set feels harder.
The evidence hierarchy is clear. Training volume — hard sets per muscle per week — is the strongest programmable predictor of hypertrophy, and effort near failure is what makes each set count. Vieira and colleagues' 2021 meta-analysis found that training to failure and stopping short both build muscle when volume matches, which tells you the growth signal is high effort and enough total work, not a specific rep speed. Tempo interacts with these, for better or worse. A controlled tempo that lets you take a set genuinely close to failure with a full range is helpful. A super-slow tempo that caps you at 6 light reps when you could have done 10 harder ones is a net loss. And for strength specifically, speed of intent matters: a 2023 trial in trained men found fast and medium tempos improved maximal strength and power output, so grinding reps slowly is the wrong choice when strength is the goal. Most TUT mistakes come from treating tempo as the growth driver instead of a quality tool. The "burn" is not a hypertrophy meter, super-slow reps are not more efficient, and fast concentrics are not cheating. Fixing these frees you to train harder with better loads.
- Myth: Slower reps always build more muscle. — Growth is similar across rep durations from about 0.5 to 8 seconds; only reps dragged past roughly 8–10 seconds show worse results.
- Myth: A "burn" or long TUT is the growth signal. — The burn is metabolite build-up, not a hypertrophy meter. Effort near failure and weekly volume predict growth far better.
- Myth: You should count seconds on every rep. — For most lifters, "control the way down, lift with intent, use a full range" is enough. Save exact counts for rehab or technique work.
