Bodybuilding: build a physique.

Bodybuilding is the sport of building maximum muscle size, symmetry and conditioning so your physique looks its best, not what it lifts. You train each muscle with 10-20 hard sets a week, eat in a controlled surplus to add muscle, then a deficit to reveal it, cycling between the two around your goal.

What bodybuilding is

Bodybuilding is the sport of building muscle for appearance — size, symmetry, proportion and conditioning — rather than for what you can lift. A powerlifter is scored on a maximal squat, bench and deadlift; a bodybuilder is scored on how the physique looks, posed and lean, in front of judges. The training overlaps, but the goal is different.

That difference changes how you train. Because the target is muscle size rather than a one-rep max, bodybuilding lives in moderate loads, higher volume, and sets taken close to failure, where the hypertrophy signal is strongest. Strength still matters — a stronger muscle can handle more load and more volume over time — but it is a means to size, not the scoreboard. You get strong so you can move meaningful weight for meaningful reps, then keep adding.

The other half of the sport is nutrition. You cannot see the muscle you build if it sits under a layer of fat, and you cannot build much muscle without the energy and protein to do it. So bodybuilders cycle their diet: a building phase in a controlled calorie surplus to add tissue, then a cutting phase in a deficit to strip fat and reveal the work. Whether you ever step on a stage or just want to look like you train, the levers are identical.

The sport has grown into several divisions, each with its own look — from the extreme mass of open bodybuilding to the tapered, less-blocky standard of classic physique, and the beach-ready condition of men's physique and bikini. You do not have to compete to train like a bodybuilder, though. Most people who follow this path simply want to look strong, lean and balanced, and the same principles get you there whether the goal is a stage or a mirror.

Most people arrive at bodybuilding through general muscle building and then get more specific about weak points and conditioning. Training for hypertrophy

Train for hypertrophy by taking each muscle through 10-20 hard sets a week, mostly in the 6-15 rep range, with every working set within 0-3 reps of failure. Split that volume across two or three sessions per muscle, anchor sessions with compounds, and add isolation work to hit muscles the big lifts miss.

The single strongest lever is volume. Schoenfeld, Ogborn and Krieger's 2017 dose-response meta-analysis found that more weekly sets per muscle drove more growth, with each added set associated with further gains across the studied range. [1] That is why the working figure for most lifters is 10-20 hard sets per muscle each week — enough to grow, not so much that recovery collapses.

Load and reps are more forgiving than most people think. The 2021 re-examination of the repetition continuum found similar whole-muscle growth across a wide band of loads — from heavier sets of five to lighter sets of thirty — as long as each set is taken close to failure. [3] The classic 6-15 zone simply gives you the best trade of manageable weight, enough reps to accumulate volume, and tolerable fatigue per set.

Frequency is how you make that volume count. Schoenfeld's frequency meta-analysis found that, when weekly volume is equated, training a muscle at least twice a week edges out hitting it once. [2] Spreading 16 chest sets across two days beats cramming them into one brutal session you cannot recover from or finish with quality.

Two more tools separate bodybuilders from general lifters. First, the mind-muscle connection — deliberately focusing on the target muscle contracting through each rep, which helps you actually load the muscle you are trying to grow instead of shifting work elsewhere. Second, exercise selection for the individual muscle: a lateral raise for side delts, a lat pulldown for width, alongside the big bench press and squat that drive most of the mass. Volume landmarks: MV, MEV, MAV, MRV

Volume landmarks are four weekly set targets that turn "do enough sets" into a plan. MV is the maintenance volume that holds muscle, MEV is the minimum that grows it, MAV is the productive middle where most growth happens, and MRV is the most you can recover from. You program between MEV and MRV and push toward the top over a block.

The landmark framework was popularized by Mike Israetel and Renaissance Periodization as a practical way to apply the volume research. It maps directly onto Schoenfeld's dose-response finding: growth rises with weekly sets up to the point where recovery can no longer keep pace. [1] Instead of guessing, you set a starting volume near MEV, add a set or two per muscle each week as you adapt, and back off when performance, sleep or joints tell you that you have hit MRV.

The numbers are ranges, not laws, and they differ by muscle and by person. Delts and back tend to tolerate more; a beaten-up lower back tolerates less. Treat the landmarks as a dial: early in a block you sit near MEV and grow on modest work, then you drive volume up toward MAV and MRV as your body adapts, and after a hard stretch you drop to MV for a deload before climbing again. Bulking and cutting phases

Bodybuilders alternate two nutrition phases. A bulk runs a controlled surplus of about 10-20% above maintenance to add muscle at roughly 0.25-0.5% of bodyweight a week. A cut runs a moderate deficit of about 15-20% to lose fat at roughly 0.5-1% of bodyweight a week while keeping the muscle you built.

The reason for phasing is simple: building tissue is easier with spare energy, and revealing it requires a deficit. Iraki and colleagues' off-season review recommends a lean-gaining approach for the building phase — a surplus large enough to grow but small enough to keep fat gain slow, targeting roughly a quarter to a half percent of bodyweight added per week for intermediate and advanced lifters. [7] Bulk faster than that and most of the extra is fat you will later diet off.

Cutting flips the equation. Helms and colleagues' contest-prep guidance favours a moderate deficit that takes off about 0.5-1% of bodyweight a week, paired with high protein and continued heavy training so the weight you lose is fat, not muscle. [5] [6] Between phases, a maintenance stretch of a few weeks lets appetite, hormones and training performance settle before you push in either direction again.

Knowing when to switch phases matters as much as the phases themselves. A useful guardrail: bulk until you reach the upper end of a body-fat range you are comfortable with, then cut back down, rather than chasing an endless surplus that buries your abs for a year. Watch the mirror and your logged lifts together — if the scale is climbing but your waist is growing faster than your strength, the surplus is too big. Beginners and returning lifters are the exception: they can add muscle while losing or holding fat, so they often skip the aggressive bulk entirely. The bodybuilding diet

The bodybuilding diet is built on three numbers: enough protein (1.6-2.2 g per kg of bodyweight, higher when cutting), the right calorie total for the phase, and carbohydrate to fuel hard training. Structure it across three to five meals of roughly 0.4 g/kg protein each, with a meal near training.

Protein comes first because it is the raw material for muscle and the nutrient that protects it in a deficit. Morton and colleagues' meta-analysis of 49 studies found gains in fat-free mass plateaued beyond about 1.6 g/kg/day in most trainees, which anchors the building-phase target. [4] When you cut, the recommendation climbs: Roberts and colleagues advise physique athletes push protein higher — often toward 2.3-3.1 g per kg of fat-free mass — to hold muscle while energy is low. [8]

Meal structure matters less than the daily totals, but it still helps. Roberts and colleagues recommend spreading protein across three to six meals of roughly 0.4 g/kg each to keep muscle protein synthesis topped up through the day, with a protein-containing meal in the hours around training. [8] Carbohydrate is the fuel that lets you hit hard sets and recover between them, so it stays highest in a bulk and around workouts during a cut. Fat fills the rest and supports hormones — do not crush it to zero.

Supplements are a small finishing touch, not the foundation. Of the options with strong evidence, creatine monohydrate at 3-5 g a day is the one worth taking by default: the ISSN calls it the most effective legal supplement for building lean mass and strength. Bringing up lagging body parts

You bring up a lagging muscle by prioritizing it. Train it first in the week when you are freshest, add a session so you hit it two or three times, push its weekly volume toward the top of your recoverable range, and pick exercises that load it directly. Run this as a four to eight-week specialization block while holding everything else steady.

The mechanism is the same dose-response that drives all growth: more quality volume on the target muscle produces more size, up to what you can recover from. [1] The trick in a physique context is to spend that recovery budget where it changes how you look. If your side delts trail your front delts, you do not need more pressing — you need more direct lateral-raise volume, more often, done with a real mind-muscle connection.

A practical specialization block looks like this: pick one or two weak muscles, raise their weekly sets by roughly a third while cutting a strong muscle back to its maintenance volume (MV) so total fatigue stays manageable. Train the weak point first in the session and first in the week. Give it its own dedicated exercises rather than hoping a compound catches it. After four to eight weeks, reassess in the mirror and in your logs, then rotate priority to the next gap. Only ever specialize on one or two areas at a time — try to bring up everything at once and you bring up nothing. Symmetry and proportion

Symmetry and proportion are what separate a big physique from a winning one. Symmetry is balance — left to right, and top to bottom. Proportion is no single muscle running away from the rest. Judges reward a physique that reads as one balanced design, usually the classic X-frame of wide shoulders and back over a tight waist and full legs.

Physique judging weighs four things together, and size is only one of them:

  • Muscularity. How much lean muscle you carry, and whether it fills the frame.
  • Symmetry. Left-to-right balance and top-to-bottom balance — no dominant side, no tiny legs under a big chest.
  • Proportion. No single muscle running away from the rest; the shoulders, back, arms and legs read as one design.
  • Conditioning. How lean and defined you are on the day — separation, dryness and detail between muscles.

The aesthetic ideal most divisions chase is the X-frame: broad shoulders and a wide back tapering to a small waist, balanced by full quads and hamstrings. That shape is built, not gifted — you widen the top with delts and back, keep the midsection tight through disciplined nutrition and controlled bulking, and never let the legs fall behind the upper body. The most common way lifters wreck their own proportions is by hammering the muscles they can see in the mirror (chest, arms) while neglecting back, rear delts and legs.

Proportion is a long game because muscle grows slowly, so the earlier you audit your weak points and prioritize them, the more balanced you end up years later. Treat symmetry work as a permanent background task: every training block, ask which area is trailing and give it slightly more attention. Posing basics

Posing is how you present the physique you built, and it is a skill you rehearse — not something you wing on stage. Men's bodybuilding is judged through a set of mandatory poses that show every angle of the body under tension. Practising them daily in the final weeks improves how you look and teaches you to hold hard flexion without shaking.

The mandatory poses in men's bodybuilding are the vocabulary every competitor must speak:

  • Front double biceps
  • Front lat spread
  • Side chest
  • Side triceps
  • Back double biceps
  • Rear lat spread
  • Abdominals and thighs
  • Most muscular (crab)

Each pose asks you to contract large groups of muscle at once while controlling your breathing and your face, which is genuinely tiring — hold a front double biceps under full tension for thirty seconds and you will understand why competitors train posing like a lift. Beyond the mandatories, most shows include quarter turns (comparisons where judges line competitors up) and, in finals, an individual routine set to music where you link poses into a presentation.

Start rehearsing early. Posing reveals which muscles you can actually flex and which you have neglected, so it doubles as a weak-point audit. It also lets you hide small flaws and sell your strengths on the day. Contest prep overview

Contest prep is the controlled cut that takes an off-season physique to stage condition. It usually runs 8 to 20-plus weeks depending on starting body fat, using a moderate deficit that removes about 0.5-1% of bodyweight a week, heavy training to keep muscle, cardio added gradually, and refeeds or diet breaks to manage the fatigue of dieting.

The backbone of prep is a patient deficit. Helms and colleagues recommend losing roughly 0.5-1% of bodyweight per week and keeping protein high so the loss comes from fat, not the muscle you spent months building. [5] Cut too fast and you arrive flat and stringy; give yourself enough runway and you arrive full and lean. That is why prep length is set by how much fat you carry when you start — more body fat means more weeks.

Training does not get easier as food drops. Helms and colleagues' training guidance is to keep resistance training heavy and volume as high as you can recover from through prep, because the training stimulus is what signals your body to hold onto muscle in a deficit. [6] Cardio is a dieting tool, not a magic fat burner — you add it slowly so you always have more in reserve to widen the deficit later, rather than starting prep already doing an hour a day. Refeeds and short diet breaks at maintenance help manage the hormonal and psychological drag of extended dieting.

Peak week — the final manipulations of water, sodium and carbohydrate to look full and dry on stage — gets far more attention than it deserves. The physique is built and revealed in the months before; peak week only fine-tunes it, and overthinking it undoes good prep more often than it helps. Common mistakes

The mistakes that stall bodybuilders are predictable: lifting for ego instead of hard sets, bulking or cutting too fast, ignoring weak points, never practising posing, and program hopping. Fix these before chasing advanced techniques or exotic supplements.

  • Ego lifting over hard sets. Bodybuilding rewards muscle under tension close to failure, not your heaviest single. Leave 0-3 reps in reserve and control the eccentric.
  • Bulking too fast. A dirty surplus is mostly fat you will diet off later. Cap gains near ~0.25-0.5% bodyweight a week.
  • Cutting too hard. Crash deficits strip muscle and stall you. Lose ~0.5-1% bodyweight a week and keep protein high.
  • Ignoring weak points. Training what you like keeps strong parts strong and gaps open. Give lagging muscles first billing and more volume.
  • Never practising posing. A great physique presented badly loses. Posing is a skill you rehearse, not something you improvise on stage.
  • Program hopping. Switching splits every few weeks resets progression. Run one plan 8-12 weeks and beat your logged numbers.

None of these are complicated to fix, but they are easy to keep doing. The lifters who build the best physiques are rarely the ones with the fanciest routines — they are the ones who ran a sensible plan for years, ate for the phase they were in, and gave their weak points the attention their strong points did not need.

Bodybuilding is the practice and sport of developing muscle size, symmetry and low body fat for how the physique looks. Unlike powerlifting or weightlifting, you are not judged on the weight you move — you are judged on muscularity, proportion, symmetry and conditioning as you pose on stage.

How is bodybuilding different from powerlifting?

Powerlifting trains for one maximal squat, bench and deadlift, so it uses low reps and heavy loads for peak strength. Bodybuilding trains for muscle size and appearance, using moderate loads, higher volume and reps close to failure, then diets down to show the muscle you built.

How many days a week should a bodybuilder train?

Most bodybuilders train 4-6 days a week, hitting each muscle two to three times so weekly volume can reach the 10-20 hard-set range. Splits like upper/lower, push/pull/legs or a bro split all work if the weekly sets per muscle add up and you recover.

Do you need to bulk and cut to build a physique?
