Energy balance is the first lever: eat more calories than you burn and you gain weight, eat fewer and you lose it. Your total daily energy expenditure (TDEE) is the number you burn in a day, and it sets your starting point — a slight surplus to build muscle, a 300–500 kcal deficit to lose fat.
Here's the thing: no macro trick overrides this. The ISSN's position stand on diets and body composition concludes that when protein and calories are equated, wildly different diets produce similar changes in weight and fat. [3] So before you argue about keto versus carbs, get your calorie target right. Treat that number as a hypothesis, not gospel. The formula gets you within a few hundred calories; your bathroom scale over two to three weeks tells you the truth. TDEE also drifts — it falls as you lose weight and as you eat less, so expect to recalibrate every month rather than setting a number and forgetting it.
Calories vs macros
Calories decide whether you gain or lose weight; macros — protein, carbs and fat — decide what that weight is made of. Two diets at the same calories can leave you muscular or skinny-fat depending on protein. So set calories first for the direction, then set macros for the quality of the result.
Start with protein because it does the most work per gram: it builds and protects muscle, it's the most filling macro, and it costs the most energy to digest. After protein, fat comes next for hormones and vitamin absorption, and carbs fill whatever calories remain to fuel training. Protein: how much, and where from
Protein is the lever that separates a good physique from a soft one. Eat 1.6–2.2 g per kg of bodyweight per day, spread across three to five meals of roughly 0.4 g/kg each. Push toward the top of that range while dieting, when protein protects the muscle a calorie deficit would otherwise burn.
The number isn't a guess. Source matters at the edges. Animal proteins — meat, fish, eggs, dairy — are "complete," rich in leucine and highly digestible, which is why they're the backbone of most lifters' diets. Carbs and fats
Carbs and fats split the calories left after protein. Carbs are your main training fuel — aim for roughly 3–5 g/kg, more on high-volume days. Fat supports hormones and vitamin absorption, so keep it above about 0.5 g/kg. Neither is the enemy; they're the tank and the oil for your engine.
Carbohydrate gets unfairly blamed for fat gain, but Harvard's Nutrition Source is blunt: the type and total amount matter far more than carbs as a category, and quality carbs from whole grains, fruit, legumes and vegetables are a cornerstone of a healthy diet. [9] For lifters specifically, carbs refill muscle glycogen — the fuel that powers hard sets — which is why the joint Academy/ACSM position stand recommends higher carbohydrate intakes for athletes on heavy training days. Dietary fat earns its place too: it's needed to make hormones, absorb the fat-soluble vitamins A, D, E and K, and it makes food taste good and keep you full. The practical move: set fat at a sensible floor (around 0.6–1.0 g/kg), then let carbs take the rest of your calories, scaling them up on your hardest training days and down on rest days if you like. Prioritise fibrous, whole-food carbs; the fibre alone (aim 25–38 g/day) does wonders for fullness on a cut.
Meal timing and frequency
Meal timing and frequency are fine-tuning, not foundations. Total daily protein and calories drive results; how you split them across three, four or five meals barely moves the needle for most lifters. Pick the meal pattern you'll actually stick to, and aim for a solid dose of protein at each.
The research on eating frequency is underwhelming for a reason — once daily intake is equal, splitting it into three meals versus six changes little for fat loss or muscle. What does help slightly is spreading protein reasonably evenly so you hit the muscle-building threshold (roughly 0.4 g/kg, or about 20–40 g of quality protein) several times a day, rather than starving all day and dumping it all at dinner. Micronutrients — the vitamins and minerals in whole food — are easiest to cover by eating a variety of colourful produce, some dairy or fortified alternatives, and not living entirely on chicken and rice. Lifters who diet hard, cut out food groups, or eat a very limited menu are the ones who slip: iron, vitamin D, calcium, magnesium and omega-3s are common gaps worth watching. You rarely need a cabinet of pills — a few servings of vegetables and fruit a day does most of the job, and a basic vitamin D or omega-3 supplement can fill a genuine shortfall. - Guessing your calories. Track honestly for one to two weeks first — most people misjudge intake by hundreds of calories.
