The best protein sources deliver plenty of complete protein and leucine per serving in food you will actually eat. Animal foods like chicken, eggs, Greek yogurt, fish and whey score highest for quality. Soy, tofu, tempeh, lentils and beans work well too, as long as you eat enough total protein and mix your sources.

What makes a protein "high quality"?

A protein counts as high quality when it holds all nine essential amino acids in useful amounts, is rich in leucine, and digests well. Nutritionists grade this with PDCAAS and the newer DIAAS: whey, milk, eggs and lean meat score around 1.0 or above, while most single plant foods land lower. Quality is really three things stacked together.

First, completeness. Your body cannot make the nine essential amino acids, so a protein is "complete" only if it supplies all nine in decent ratios. Most animal foods do. Many plants are short on one — grains run low on lysine, legumes low on methionine — which is why a single plant food is often called incomplete, as Harvard's Nutrition Source lays out. [7] Second, leucine, the amino acid that flips on muscle protein synthesis. Gorissen's 2018 analysis found leucine content varies widely across plant isolates, from about 5% of protein in hemp up to higher figures elsewhere, while animal proteins pack more essential amino acids overall — roughly 32–43% versus 21–22% in many plant isolates. [4] A meal needs enough leucine, in the region of 2.5–3 g, to fully trigger growth, which is why per-meal doses matter more than any single number on a label.

Third, digestibility and score. Leucine and completeness only help if you absorb the protein. DIAAS (the Digestible Indispensable Amino Acid Score) measures exactly that, and it has largely replaced the older PDCAAS because it does not cap scores at 1.0. Treat the numbers below as approximate — they shift with processing and cooking — but the ranking is stable and well replicated. [3]

Animal vs plant protein: does the source matter?

Animal protein is generally higher quality: it is complete, more digestible, and richer in leucine, so gram for gram it drives a little more muscle protein synthesis. But plant eaters build muscle perfectly well by eating more total protein, favouring soy, and combining sources across the day. The difference is real, not decisive.

van Vliet's review is the clearest read on the mechanism: soy and wheat produce a smaller anabolic response per serving than whey or beef, because you absorb less of them and they carry less leucine per gram. [3] That is the honest downside of plant protein. The upside is that the fix is simple. Mariotti and Gardner's 2019 review of vegetarian diets concluded that well-planned plant-based eating meets protein and amino acid needs when total intake is adequate and sources are varied — the shortfall in any one food is covered by the others. [5] In practice, many coaches nudge plant-based lifters toward the top of the range, around 1.8–2.2 g/kg, and steer them to soy foods, which score close to animal protein.

So the source matters at the margin, not at the core. If you eat meat and dairy, hitting your protein target is easy and quality takes care of itself. If you do not, you are not at a disadvantage that a bit more food and some variety cannot erase — plant protein still comes with more fibre and less saturated fat, which is no small thing. The best whole-food sources give you a lot of complete protein for the calories: skinless chicken, lean beef, fish, eggs, Greek yogurt and cottage cheese lead on the animal side; tofu, tempeh, edamame, lentils and beans lead on the plant side. A few patterns are worth pulling out. Lean animal foods — chicken breast, tuna, white fish, nonfat Greek yogurt — are the most protein-dense per calorie, which is why they anchor most cutting diets. Cottage cheese and casein-heavy dairy digest slowly, making them a smart last meal of the day. Among plants, soy is the standout: tempeh, tofu and edamame are complete and dense, while lentils, chickpeas and black beans bring solid protein plus a wall of fibre. Seitan looks impressive at ~25 g per 100 g, but it is essentially wheat gluten and low in lysine, so treat it as a partial source and pair it with legumes. How do you eat plant protein well?

Eat plant protein well by hitting a higher total, leaning on soy, and combining complementary sources — legumes (low in methionine) with grains (low in lysine) — across the day rather than at every single meal. Larger per-meal servings offset the lower leucine density of most plants. The old "combine at every meal" rule is outdated.

Your body keeps a free pool of amino acids and draws on it across meals, so eating beans at lunch and rice at dinner still gives you a complete amino acid profile that day — Mariotti and Gardner make exactly this point. [5] What you cannot skip is enough. Because plant proteins carry less leucine per gram, a plant-based lifter usually needs a bigger serving to clear the per-meal leucine threshold — think 30–40 g of plant protein where 25 g of whey would do. Practical moves that work:

  • Make soy the base. Tofu, tempeh, edamame and soy milk are complete and close to animal protein on quality — the single biggest lever for a plant-based diet.
  • Pair legumes with grains. Lentils and rice, hummus and pita, beans and corn — each covers the other's weak amino acid over the day. [4]
  • Use a blended powder. A pea-and-rice blend is complete because the two fill each other's gaps; see the powders section below.
  • Front-load breakfast. Soy yogurt, a tofu scramble or a plant shake beats a carb-only start for spreading protein evenly.

What about protein powders — whey, casein or plant?

Protein powders are a convenient way to hit your target, not a requirement. Whey is fast, cheap and rich in leucine; casein digests slowly and suits before bed; soy and pea-rice blends give vegans a complete option. Collagen is the exception — skip it for muscle. The ISSN confirms supplemental protein aids muscle gains only as part of hitting your daily total. [1] [2]

Morton's meta-analysis of 49 studies is the key context here: protein supplementation adds to muscle and strength gains from training, but the benefit flattens once total intake reaches roughly 1.6 g/kg per day. [2] In other words, a powder is a tool for reaching your number when whole food falls short, not a magic input. Whey concentrate is the best value for most people; isolate is worth the extra only if you want it leaner or are lactose-sensitive. For plant-based lifters, a soy isolate or a pea-and-rice blend does the job. Collagen is the one to avoid for muscle — it is incomplete and almost leucine-free, so it barely moves protein synthesis.

Cheap vs premium: getting protein on a budget

You do not need expensive food to hit your protein. Eggs, canned tuna, milk, dried lentils and beans, whole chicken, cottage cheese and whey concentrate deliver the most protein per dollar. Lean beef, salmon and premium isolates cost more without building more muscle. Cost per gram, not the label, is what matters on a budget.

Prices swing by country and season, so treat the tiers as a rough map rather than exact figures. The pattern holds everywhere, though: dried legumes you cook yourself and eggs are almost always the cheapest protein per gram, canned fish and milk are close behind, and the biggest markups sit on convenience formats — jerky, bars and single-serve shakes. Higher-protein foods are also more filling, which quietly helps a cut; Leidy's review found higher-protein diets improve satiety and weight management. How many protein sources do you need each day?

You do not need many. One or two solid protein sources per meal, across 3–5 meals of roughly 0.3–0.4 g/kg each, comfortably covers your daily target. Variety over the week matters more for micronutrients than juggling lots of sources in a single day. Simplicity beats a spreadsheet here.

The research consistently points to total daily protein and sensible per-meal distribution as the two levers that matter — the ISSN recommends spreading intake across the day in meals of about 0.25–0.4 g/kg to keep muscle protein synthesis topped up. [1] For an 80 kg lifter aiming at ~150 g, that is four meals of around 35–40 g: eggs and yogurt at breakfast, chicken at lunch, a whey shake mid-afternoon, and fish or tofu at dinner. Four foods, target hit. Mixing sources across the week is still worth it — different proteins bring different micronutrients — but you are chasing nutritional variety, not amino acid insurance. What are the most common protein-source mistakes?

The usual mistakes are counting fatty foods as protein, eating it all at dinner, going plant-based without variety, skipping protein at breakfast, buying collagen for muscle, and assuming more is always better. Fix these before you worry about anything fancier.

  • Counting fatty foods as protein. — Bacon, nut butter and cheese carry more fat than protein. Two tablespoons of peanut butter give you ~8 g of protein and ~16 g of fat — a snack, not a protein source.
  • Eating all your protein at dinner. — Muscle protein synthesis responds to each meal, so a lopsided day wastes the extra. Spread protein across 3–5 meals of roughly 0.3–0.4 g/kg each.
  • Going plant-based without variety. — Living on rice and one bean leaves you short on lysine or methionine. Rotate legumes, grains, soy and seeds so the gaps fill in over the day.
  • Skimping on protein at breakfast. — Cereal and toast is a near protein-free start. A couple of eggs, Greek yogurt or a scoop of whey front-loads leucine when most people get none.
  • Buying collagen to build muscle. — Collagen is incomplete and almost leucine-free. It may help skin and joints, but it does little for muscle — use whey, soy or whole food instead.
  • Assuming more protein always means more muscle. — Past roughly 1.6–2.2 g/kg a day, extra protein mostly gets burned for energy. Hit the target, then spend the money on training and sleep.

None of these are complicated, which is the point. Picking good protein is mostly about choosing dense, complete foods you enjoy, spreading them through the day, and hitting a target you can actually verify. What is the highest quality protein source?

By amino acid score, whey protein, milk, eggs and lean meat rank highest — each sits around a DIAAS of 1.0 or above, meaning nearly all of it is usable. Whey wins on convenience and leucine per scoop, while whole eggs are the classic reference for a balanced amino acid profile.

Can you build muscle on plant protein only?

Yes. Vegans build muscle by eating more total protein, leaning on higher-quality plants like soy, and mixing legumes with grains so the amino acids complement each other. Single plant foods are lower quality than meat, but variety and adequate volume close the gap in practice.

Is animal or plant protein better for muscle?

Gram for gram, animal protein is slightly better: it is complete, more digestible, and higher in leucine, so it drives a bit more muscle protein synthesis per serving. Plant protein still works well if you eat about 25% more of it and combine sources across the day.

What food has the most protein per calorie?

Is Greek yogurt a good protein source?

Yes. Nonfat Greek yogurt packs about 17 g of high-quality, mostly casein protein per cup with few calories, plus calcium and probiotics. Its slow digestion makes it a strong snack or pre-bed option. Check the label — regular yogurt has roughly half the protein.

Does collagen count toward my protein target?

It counts as protein on paper, but not as a muscle-building protein. Collagen lacks tryptophan, is low in several essential amino acids, and has almost no leucine, so it does little for muscle protein synthesis. Keep it for skin or joints and get your muscle protein elsewhere.
