How much protein do you need per day?

How much protein do you actually need per day?

To build muscle, eat 1.6-2.2 grams of protein per kilogram of bodyweight per day. Morton's 2018 meta-analysis of 49 studies and 1,863 people found that muscle gains from resistance training stopped rising past about 1.62 g/kg — so anything in the 1.6-2.2 band covers you, with the upper end as a buffer for hard trainers. [1]

That is the single most robust number in sports nutrition, and it keeps showing up. Tagawa's 2020 dose-response meta-analysis in Nutrition Reviews reached the same neighbourhood: muscle mass increased with protein intake up to a point, then flattened. [2] The ISSN's protein position stand recommends 1.4-2.0 g/kg for active people, landing squarely inside the same window. [3] When three independent reviews converge, you can stop second-guessing the target.

Note the units. This is grams per kilogram of bodyweight, not per pound and not per kilo of lean mass (unless you are very lean and dieting, where lean-mass math starts to matter). The government RDA of 0.8 g/kg is a floor to prevent deficiency in sedentary adults — it is not a target for anyone lifting weights and trying to grow. How much protein do you need when cutting?

In a calorie deficit, raise protein to 2.0-2.4 g/kg of bodyweight per day. When you are eating less, muscle is the tissue most at risk, and more protein protects it. Helms's evidence-based bodybuilding review recommends the higher end of the range precisely because lean lifters in a cut need the extra insurance against muscle loss. [5]

The logic is simple. A calorie deficit forces your body to pull energy from somewhere, and without enough dietary protein it will break down more muscle to get it. Higher protein tilts that balance back toward keeping the muscle you worked for. The leaner you already are, the more this matters — contest-lean athletes may go even higher, toward 2.3-3.1 g/kg of lean mass, per Helms's recommendations for the final weeks of a prep. [5]

There is a bonus. Protein is the most filling macro and the most expensive to digest, so keeping it high makes a deficit noticeably easier to stick to (more on that in the fat-loss section). How much protein is that in grams for your bodyweight?

Multiply your bodyweight in kilograms by 1.6 to 2.2 for the muscle-building range, or by 2.0 to 2.4 if you are dieting. A 70 kg (154 lb) lifter needs roughly 112-154 g per day to build, and 140-168 g in a cut. The table below does the maths for common bodyweights in both kilograms and pounds.

Which number inside the range should you pick? Match it to your goal. Most people building muscle at maintenance or a slight surplus do fine at 1.6-1.8 g/kg; there is no need to force down more. Push toward the top of the band (or into the cutting column) when calories are low, when you train very hard, or when you eat mostly plant protein, which tends to be lower in the amino acid leucine that triggers growth. How should you spread protein across the day?

Split your daily protein across 3-5 meals of roughly 0.3-0.4 g/kg each. Schoenfeld and Aragon's review of per-meal distribution suggests about 0.4 g/kg per serving maximises muscle protein synthesis, so a 75 kg lifter would target around 30 g of protein per meal across four meals to hit their daily number. [4]

Each protein-rich meal switches on muscle protein synthesis for a few hours, then it settles back to baseline. Eating protein several times a day keeps re-triggering that response instead of relying on one big hit. That is why cramming your entire target into dinner is a small mistake — you leave some of the anabolic signal unused earlier in the day.

Do not overthink it, though. The difference between three and five meals is a rounding error next to whether you hit your daily total at all. If four evenly spaced 30 g meals suit your schedule, great; if you would rather eat three bigger ones, that is fine too. Does protein timing around your workout matter?

Not much. Total daily protein is the dominant driver of muscle growth, and precise timing is a minor optimisation on top. The old idea of a narrow 30-minute post-workout "anabolic window" has not held up — getting a protein-containing meal within a few hours of training is enough for almost everyone. [4]

Researchers used to worry you had to slam a shake the moment you racked the bar. Later work showed the window is much wider than that, because your pre-workout meal is still being digested and elevating amino acids for hours. Schoenfeld and Aragon's distribution paper reframed the question away from the exact minute and toward sensible spacing across the whole day. [4]

So here is the honest order of priorities: hit your daily total, spread it across a few meals, and eat some protein reasonably close to training if it is convenient. The first item does 90% of the work. If chasing the perfect post-workout timing stresses you out, drop it — that energy is better spent making sure you actually reach 1.6-2.2 g/kg every day.

Is eating more than 2.2 g/kg harmful, or better?

Neither. Going above 2.2 g/kg does not build extra muscle — the gains flatten near 1.6 g/kg — but it is also not harmful in healthy people. Reviews and position stands report no adverse effect of high-protein diets on kidney or bone health in individuals with normal kidney function. [1] [8]

This is where a lot of gym advice goes wrong in both directions. One camp insists you need 3+ g/kg to grow, which the meta-analyses simply do not support: past roughly 1.6 g/kg the muscle-building curve is flat. [1] [2] The other camp warns that high protein "wrecks your kidneys," which is a myth for healthy people — the concern applies to those with pre-existing kidney disease, who should follow medical advice.

So more protein is safe but pointless for muscle beyond the range. The real cost of overshooting is opportunity cost: those calories could have been carbs to fuel training or fats for hormones, and the extra chicken breasts cost money. The two genuine reasons to sit at the top end are a hard deficit and appetite control, both covered below.

Do older adults need more protein?

Yes. Older adults need more protein per kilogram than younger ones because ageing muscle responds less strongly to it — a phenomenon called anabolic resistance. The PROT-AGE Study Group recommends 1.0-1.2 g/kg per day for healthy older people, and 1.2-1.5 g/kg or more for those who are active, ill, or trying to build muscle. [6]

After roughly age 50, the same dose of protein produces a smaller muscle-building response than it did at 25. The fix is a bigger signal: both a higher daily total and a larger per-meal dose, since older muscle needs around 25-40 g of high-quality protein in one sitting to fully switch on synthesis. [7] Spreading protein evenly across meals matters more with age, not less.

This is not a minor detail. Age-related muscle loss (sarcopenia) drives falls, frailty and loss of independence, and it accelerates when protein runs low. Older lifters who keep protein high and keep training with resistance hold onto strength far longer. The target creeps up with age, and the review literature on ageing and appetite reinforces that many older adults undereat protein exactly when they need more of it. [7]

How does protein help with fat loss and appetite?

Protein makes fat loss easier in two ways: it keeps you fuller for longer, and it costs more energy to digest than carbs or fat. A review of high-protein diets found they support weight loss by increasing satiety, raising the thermic effect of food, and helping preserve lean mass during a calorie deficit. [8]

Of the three macros, protein is the most satiating gram for gram, so a higher-protein diet tends to blunt hunger and reduce spontaneous calorie intake — which is why cut diets built on lean protein feel more sustainable than low-protein ones. On top of that, your body burns roughly 20-30% of protein's calories just digesting and processing it (its thermic effect), compared with under 10% for carbs and fats. [8]

None of this makes protein a fat-burner — calories still decide the direction — but it stacks the odds in your favour. What are the most common protein mistakes?

The usual protein mistakes are eating too little, obsessing over timing, and mismanaging protein while dieting. Fix the daily total first — most people who never track it fall well short of the 1.6 g/kg floor — before worrying about any finer detail.

  • Eating far too little. — The most common problem by a mile. If you never track it, most people building muscle land near 1.0 g/kg — well under the 1.6 g/kg floor. Weigh your intake for a week and you will usually find a gap.
  • Chasing more than 2.2 g/kg for muscle. — Beyond roughly 1.6 g/kg the muscle-building returns flatten. Extra grams are not harmful in healthy people, but they are calories and money better spent elsewhere unless you are dieting hard.
  • Loading it all into dinner. — One giant 90 g hit at night wastes some of the anabolic signal. Spread protein across 3-5 meals of roughly 0.3-0.4 g/kg so muscle protein synthesis is stimulated several times a day.
  • Obsessing over the post-workout window. — The old 30-minute rule is a myth. Total daily protein is what drives growth; a protein meal within a few hours of training is plenty for almost everyone.
  • Counting incomplete protein like meat. — The number on the label matters, but so does quality. Plant sources are often lower in leucine, so if you eat mostly plants, aim toward the top of the range and vary your sources.
  • Cutting calories but not raising protein. — A deficit is exactly when muscle is most at risk. Keep protein high (2.0-2.4 g/kg) even as total calories fall, or you will lose more muscle than you need to.

How much protein do I need to lose fat?

Can your body only absorb 30 grams of protein per meal?

Do I need protein powder to hit my target?

No. Whole foods like chicken, eggs, dairy, fish, tofu and legumes can cover your target completely. Protein powder is just a convenient, cheap way to close a gap when whole food falls short — useful, but never required. Food first, supplement second.

How much protein is in a typical meal?

A palm-sized chicken breast has about 30-40 g, three eggs about 18 g, a cup of Greek yogurt about 20 g, and a scoop of whey about 24 g. Building meals around a 25-40 g protein anchor makes hitting 1.6-2.2 g/kg straightforward across the day.

Can you eat too much protein?
