What are macros, exactly?
Macros — short for macronutrients — are the three nutrients your body needs in large amounts and that carry energy: protein, carbohydrate and fat. Protein and carbs each provide 4 calories per gram; fat provides 9. Add up the grams of each you eat, multiply by those numbers, and you have your day's calories.
That last point is the one most people miss: macros and calories are not two separate things you balance against each other. Calories are just what you get when you add the macros up. Eat 160 g of protein, 246 g of carbs and 64 g of fat, and you have eaten (160 × 4) + (246 × 4) + (64 × 9) = 2,200 calories. Tracking macros is simply calorie counting with the extra detail of where those calories came from.

Alcohol sneaks into that table because at 7 calories a gram it quietly counts toward your total even though it is not a macro you need. Fibre is a type of carbohydrate your body barely digests, so it contributes fewer usable calories than the label 4-per-gram suggests — handy to know when you eat a lot of vegetables. What does each macro actually do?
Protein builds and repairs muscle and keeps you full; carbohydrate is your main fuel for hard training and refills muscle glycogen; fat runs hormone production and lets you absorb fat-soluble vitamins. Each has a job, which is why cutting any one to near zero causes problems.
Protein is the structural macro — it supplies the amino acids your body uses to repair the muscle you damage in training and to build a little more. It is also the most filling per calorie and costs the most energy to digest, which is why it does double duty on a cut. The ISSN's protein position stand and Morton's 2018 meta-analysis of 49 trials both land on 1.6–2.2 g per kg of bodyweight as the range that maximises muscle gain, with little added benefit above roughly 1.6 g/kg for most people. Carbohydrate is the fuel macro. Your muscles store carbs as glycogen and burn through it during hard sets and long sessions, so carbs largely determine how much good work you can do in the gym. [6] [7] They are the most adjustable macro too — because you set them last, they flex up when you eat more and down when you cut. Dietary fat is the essential macro: below roughly 0.5 g/kg, hormone production and vitamin absorption can suffer, so even an aggressive cut keeps a floor there. Fat is calorie-dense at 9 per gram, which makes it the easiest macro to overeat by accident.

How do you set your macros, step by step?
Set macros in this order: calories first, then protein, then fat, and let carbs fill whatever is left. Start from your TDEE and adjust it for your goal, lock protein at 1.6–2.2 g/kg, set fat at 0.5–1.0 g/kg, then divide the remaining calories by 4 to get your carbs.
The order matters because each step spends part of your calorie budget. Protein and fat have floors you should not go under; carbs are the buffer that absorbs the rest. That lands the example at 160 g protein, 64 g fat and 246 g carbs — a clean, high-protein cut. If the leftover carb number comes out very low, you set fat or the deficit too aggressively; nudge fat down toward its floor or ease the deficit. What macro targets fit your goal?
Your goal mostly changes calories and protein, not the method. Cutting means a 300–500 kcal deficit with protein pushed to 1.8–2.7 g/kg to protect muscle; maintaining or bulking keeps protein at 1.6–2.2 g/kg with calories at or slightly above maintenance. Fat stays 0.5–1.0 g/kg and carbs fill the rest in every case.

Notice what does not change: the framework. You are always setting calories, then protein, then fat, then carbs — only the dials move. Protein climbs on a cut because a deficit puts muscle at risk and higher protein blunts hunger. [3] On a lean bulk the deficit becomes a small surplus and carbs get the extra room to fuel bigger sessions. Percentages like "40/30/30" are fine as a rough sanity check but a poor way to set targets — a gram-per-kilogram number scales to your bodyweight, a percentage does not.
Do macros matter more than calories?
No. Calories decide the direction — whether you gain or lose weight — while macros decide the quality of that change. In calorie-matched studies, weight change tracks total energy intake, not the exact protein-carb-fat split. Set calories for the outcome you want, then use macros to keep muscle and fuel training.
This is where a lot of macro advice goes sideways. Reviews of controlled feeding studies find that when calories and protein are held equal, shifting the carb-to-fat ratio has little effect on fat loss. [4] Energy balance is the lever for bodyweight; macros are the lever for body composition — how much of any gain is muscle and how much of any loss is fat. Protein is the exception that proves the rule, because a higher protein intake genuinely improves the composition of that weight change independent of calories. [3]
So the honest hierarchy is: calories first, protein second, fat and carb timing a distant third. If you only ever get two things right, make them your calorie target and your protein. How do you track macros?
Three methods work: weigh food and log it in an app for accuracy, use hand portions (a palm of protein, a cupped hand of carbs, a thumb of fat) for simplicity, or repeat a few pre-built meals that already hit your numbers. Most people weigh and log for a few weeks to learn portions, then loosen up.

Whichever you choose, three habits separate people who progress from people who guess. Weigh food raw where you can, because cooking changes weight and throws off your numbers. Log the whole week, weekends included — untracked bites are where most deficits quietly disappear. And you do not need to nail every gram: land within about 5–10 g of your protein and fat targets and let carbs absorb the slack. Total daily protein matters far more than hitting an exact per-meal split, though spreading it across 3–5 meals of roughly 0.3–0.4 g/kg is a sensible default. [2] [5]
What is flexible dieting (IIFYM), and where does it break?
Flexible dieting, or IIFYM ("if it fits your macros"), means any food is allowed as long as your daily protein, carb and fat totals land on target. It reliably works for weight and body composition — but it stops short of health, because food quality still drives fibre, micronutrients, energy and how full you feel.
The appeal is real. IIFYM kills the idea of "good" and "bad" foods and lets you fit a cookie into an otherwise solid day without guilt, which is one reason people stick with it. The evidence backs the core claim: for body composition at matched calories and protein, the exact foods matter less than the totals. [3] [4] That is a genuinely freeing message for anyone who has white-knuckled a joyless meal plan.
Here is the limit, stated plainly: macros are a nutrition floor, not a ceiling. A day of candy and protein shakes can hit your numbers exactly and still leave you short on fibre, low on vitamins and minerals, and hungry two hours later. Whole foods win on fullness and micronutrients at the same calorie count, which is why coaches usually frame it as 80–90% whole foods with the rest flexible. What are the most common macro mistakes?
The usual macro mistakes are predictable: chasing macros while ignoring calories, setting protein too low, dropping fat to near zero, fearing carbs, only logging on weekdays, and treating "if it fits" as a free pass. Fix these six and your macros will do their job.

- Setting protein too low. — Protein is the one macro most people undershoot. Below roughly 1.6 g/kg you leave muscle and appetite control on the table — anchor every day around it.
- Cutting fat to near zero. — Very low fat can blunt hormone production and make food joyless. Keep at least 0.5 g/kg even in an aggressive cut.
- Fearing carbs. — Carbs are not fattening on their own — a surplus is. Carbs fuel hard sessions, so cutting them first often just tanks your training.
- Only logging on weekdays. — Weekend and untracked bites are where most people quietly erase a week of a deficit. Log the whole week or none of it.
- Treating "if it fits" as a free pass. — Hitting macros on mostly candy leaves you under-fed on fibre and micronutrients. Build ~80–90% from whole foods, then fit the treats in.
None of these are exotic. Macros are simple arithmetic wrapped around three nutrients — the failure point is almost never the math, it is consistency and honest logging. Get calories and protein right, keep a fat floor, let carbs flex, and eat mostly whole food.
