What to eat after a workout.

After a workout, eat 20-40 g of protein (roughly 0.3-0.4 g per kg of bodyweight) within a few hours to support muscle repair, and add carbohydrates if you train hard twice a day or do endurance work. Post-workout nutrition is one of the most over-thought topics in fitness. Most of the anxiety traces back to a single myth about a 30-minute window that the evidence stopped supporting years ago. This guide separates what genuinely helps recovery from what only feels urgent, with every claim cited — and it sits under the broader nutrition guide.

Is the anabolic window real?

The anabolic window is real, but it is far wider than the old 30-minute rule. Aragon and Schoenfeld's review found the useful period for post-workout nutrition spans several hours around your session, not a narrow 30-minute panic. For most lifters, eating protein within a couple of hours works fine. [1]

The 30-minute idea came from early studies, many using fasted subjects and supplement-company marketing. When Aragon and Schoenfeld reviewed the actual literature in 2013, they concluded the "window of opportunity" is much longer than commonly claimed, and that a pre-training meal already primes elevated protein availability for hours into recovery. [1] The ISSN's nutrient-timing position stand reached the same practical conclusion: timing effects exist but are small next to total intake. [4]

The cleanest test came from Schoenfeld, Aragon and Krieger's 2013 meta-analysis on protein timing. Once the researchers controlled for total daily protein, the apparent benefit of eating protein close to training mostly disappeared — the timing groups that looked better were simply eating more protein overall. [2] So the honest coach answer: you have hours of leeway, and the clock is not the thing to obsess over.

How much protein should you eat after a workout?

Eat 20-40 g of quality protein after training, roughly 0.3-0.4 g per kg of bodyweight. That dose maximises the muscle-building response for most people; larger single servings add little extra for muscle. Spread the rest of your protein across the day rather than front-loading one giant post-workout meal. [3]

Schoenfeld and Aragon's 2018 analysis of per-meal protein landed on about 0.4 g/kg per meal as a practical upper target to maximise muscle protein synthesis, taken across roughly four meals a day. [3] The ISSN protein position stand puts the per-serving sweet spot at 20-40 g of high-quality protein containing enough leucine. [7] Bigger portions are not wasted — the extra amino acids still get used for other functions — but they stop adding to the muscle signal.

Do you need carbs after training?

Carbs after a workout refill muscle glycogen, but they only become urgent if you train hard twice a day or do long endurance sessions. For a typical lifter training once daily, glycogen recovers comfortably over the following meals, so a dedicated post-workout carb hit is optional rather than essential. [6]

Alghannam and colleagues' 2018 review of glycogen recovery is clear: the rate of refuelling matters most when the gap before your next session is short. [6] If you have less than roughly eight hours until you train again, aim for around 1.0-1.2 g of carbohydrates per kg of bodyweight per hour in the early recovery period, and co-ingesting protein can help when carb intake is on the lower side. [6] [4]

For everyone else, glycogen simply tops back up as you eat normally through the day. A single lifting session dents glycogen only modestly, and there is no evidence that slamming fast carbs the instant you finish grows more muscle. Do not fear carbs post-workout — they fuel your next session and blunt fatigue. Plan them as part of your daily macros, which you can map with the macro calculator.

What actually matters most for recovery?

Total daily protein and total daily calories matter far more than the timing of any single meal. Hit 1.6-2.2 g of protein per kg of bodyweight and the right calorie target for your goal, and post-workout timing becomes a minor detail. Get the daily totals wrong and no perfectly timed shake will save you. [5]

This is the part the supplement industry buries. Morton and colleagues' 2018 meta-analysis of 49 trials and 1,863 people found daily protein intake, not timing, was the dominant driver of resistance-training gains, with benefits plateauing around 1.62 g/kg/day. [5] Schoenfeld and Aragon reached the same hierarchy: get the daily amount right, distribute it sensibly across meals, and timing around the workout is a rounding error. [3]

Practically, that means spreading protein across three to five meals of 20-40 g each does more for you than any post-workout ritual. [3] [7] One of those meals happening to land near your session is fine — but it earns its keep by contributing to the daily total, not by beating a clock. When does post-workout timing actually matter?

Post-workout timing matters in a few specific cases: when you trained fasted, when you train twice in one day, and when you do long endurance work. In those situations, getting protein and carbs in sooner genuinely speeds recovery. For a single daily lifting session after a normal meal, it barely moves the needle. [1] [4]

The logic is about the tank you started with. If you lifted before breakfast on an empty stomach, protein availability is low and there is a real case for eating reasonably soon after. [1] If you have a second hard session coming later that day, refilling glycogen quickly with carbs plus protein is worth it. [6] Endurance athletes doing long or repeated sessions get the biggest payoff from early refuelling. [6]

What are good post-workout meals?

A good post-workout meal pairs 20-40 g of protein with some carbohydrates: chicken and rice, Greek yogurt with fruit and honey, eggs and toast, or a whey shake with a banana. Whole food and shakes work equally well — pick whatever you will actually eat and that fits your daily calories.

If your appetite is low right after training — common after hard sessions — a shake or yogurt goes down easier than a full plate, and there is no penalty for choosing it. The goal is protein in, not martyrdom over a chicken breast you do not want.

Do you have to slam a protein shake right after lifting?

No. The idea that you must drink a shake within minutes of your last set is a myth. A shake is a convenient way to hit protein, nothing more. If your next whole-food meal lands within a couple of hours, it supports muscle repair just as well as a rushed shake in the locker room. [2]

This myth is sticky because it is profitable — a whole category of "fast-absorbing" post-workout products depends on you believing the window is closing. But Schoenfeld's timing meta-analysis showed that once daily protein is equal, the shake-right-now group holds no real advantage. [2] The muscle you built came from the training and the day's total protein, not the speed of the shake.

Use shakes when they genuinely help: low appetite, no time to cook, travelling, or simply as an easy 25 g toward your daily target. Skip the guilt if you would rather eat real food an hour later. The best post-workout protein is the one you will hit consistently, day after day — a point we hammer in the nutrition guide.

Common post-workout nutrition mistakes

The usual mistakes are all forms of misplaced urgency: treating the shake as mandatory, obsessing over the 30-minute clock, fearing carbs, and chasing the perfect post-workout meal while ignoring the daily total. Fix the daily numbers first, and post-workout eating gets much simpler.

  • Treating the shake as mandatory. — A shake is convenient, not magic. If your next meal is within a couple of hours, whole food covers you just as well.
  • Chugging protein but ignoring the daily total. — One perfect post-workout meal does nothing if you fall short of 1.6-2.2 g/kg across the day. Total intake is the lever.
  • Fearing carbs after lifting. — Carbs refill glycogen and fuel the next session. Cutting them post-workout is pointless unless your daily calories are already too high.
  • Panic-eating within 30 minutes. — The window is hours, not minutes. Rushing a meal you do not want often just adds calories you did not need.
  • Under-eating protein per meal. — A 5 g scoop or a few bites of chicken is not enough to max the muscle response. Aim for 20-40 g of quality protein.
  • Adding a recovery meal you did not budget for. — A post-workout meal is not free calories. It comes out of your daily total, or you slowly out-eat your goal.

Notice the pattern: almost every mistake spends effort on timing while under-managing the total. That is exactly backwards. Get your daily protein and calories right, eat a sensible meal near your session when it is convenient, and let the rushing go.
