TDEE, explained.

TDEE — total daily energy expenditure — is the total number of calories your body burns in a day, including rest, digestion, daily movement and exercise. It has four parts: your resting metabolic rate (~60–70%), the thermic effect of food (~10%), non-exercise movement, and exercise. Estimate it with an equation, then adjust from two to three weeks of real weight data.

What is TDEE?

TDEE, or total daily energy expenditure, is the total number of calories your body burns in a 24-hour period. It combines the energy you spend at rest, the energy used to digest food, the calories from everyday movement, and the calories from planned exercise. It is the single number your whole diet is built around.

Think of it as your body's daily spend. If you eat exactly your TDEE in calories, your weight holds steady — that point is also called your maintenance calories. Eat consistently below it and you lose weight; eat above it and you gain. That is energy balance, and it is the mechanism behind every diet that has ever worked, from keto to fasting to plain calorie counting. [3]

The catch is that TDEE is not a fixed property you can read off a chart. It shifts with your bodyweight, your activity, the seasons, and even how much you ate yesterday. So the useful goal is not a perfect number — it is a good working estimate you keep honest against the scale. The rest of this guide gets you there.

What are the four components of TDEE?

TDEE is made of four parts: your basal metabolic rate (BMR/RMR, ~60–70% of the total), the thermic effect of food (TEF, ~10%), non-exercise activity thermogenesis (NEAT), and exercise activity thermogenesis (EAT, ~5%). Resting metabolism is the biggest slice; NEAT is the one that varies most between people.

Two of these surprise most people. First, resting metabolism dominates — keeping your organs, brain and cells running accounts for well over half of everything you burn, which is why crash-starving rarely pays off the way people expect. Second, exercise is a smaller slice than gym culture suggests: a hard 45-minute session might cost 300–450 kcal, while your NEAT from walking, standing and fidgeting can quietly move more than that across a full day. [4]

The thermic effect of food is the small tax you pay to process what you eat, and it is not equal across macros. Protein carries the highest cost — roughly 20–30% of its calories are burned during digestion, versus about 5–10% for carbohydrate and next to nothing for fat. [6] That higher protein TEF is one more reason a protein-forward diet helps with body composition, on top of protein's role in building and keeping muscle. [7]

How do you estimate your TDEE?

To estimate TDEE, first calculate your basal metabolic rate with the Mifflin-St Jeor equation, then multiply it by an activity factor between 1.2 (sedentary) and 1.9 (extremely active). The BMR equation is the most accurate of the common prediction formulas for healthy adults. [2]

Mifflin-St Jeor, published in 1990, is the equation most dietitians and calculators default to. [1] It uses the same base for everyone and only changes the final constant by sex:

That gives your resting burn. To get TDEE, multiply the BMR by the factor that matches how much you move in a normal week. Be honest here — this multiplier is where most estimates go wrong, and picking one tier too high is the single most common reason a "diet" turns out to be maintenance.

A quick reality check: three or four gym sessions on top of a desk job usually lands you at "lightly active" (1.375), not "very active". Save the higher tiers for genuinely long training weeks or a physical job on your feet. A worked example

Take a 30-year-old man who weighs 80 kg, stands 180 cm tall, and trains moderately (3–5 days a week). His Mifflin-St Jeor BMR works out to 1,780 kcal, and at the moderate activity factor of 1.55 his estimated TDEE is roughly 2,760 kcal per day. Here is the maths, one line at a time.

So his BMR is 1,780 kcal — that is what he would burn lying in bed all day — and his full TDEE is about 2,760 kcal once normal life and training are added on. To lose fat he would eat below 2,760; to lean bulk he would eat a little above it. A 65 kg, 165 cm, 30-year-old woman training 1–3 days a week runs the same maths with the −161 constant: her BMR is about 1,370 kcal, and at the 1.375 factor her TDEE is roughly 1,885 kcal. Same equation, different inputs.

Why is a TDEE calculator only a starting estimate?

Prediction equations are built on population averages, so any individual's real TDEE can sit 200–500 kcal above or below the calculated figure. The Mifflin-St Jeor equation lands within 10% of measured resting metabolism only about 82% of the time — which means your true number needs confirming, not just calculating. [2]

The fix is simple and it beats any calculator: treat the estimate as a hypothesis and test it. Eat at your predicted maintenance for two to three weeks, weigh yourself daily, and track the weekly average. Weight is holding? The estimate was good. Drifting up or down? Your real TDEE is lower or higher than predicted, and you adjust the number to match. Two to three weeks matters because day-to-day scale noise — water, food weight, sodium, hormones — hides the real trend over any shorter window.

Coach note

Do not chase the "perfect" calculator. Every equation is an average of other people; you are one person. Pick a sensible estimate, hold it for two to three weeks, and let the scale correct it. The lifter who adjusts from real data beats the one hunting for a better formula.

Why does NEAT vary so much between people?

NEAT — the calories you burn through everyday movement rather than exercise — varies enormously because it is largely unconscious. Fidgeting, posture, walking pace and the urge to stand or sit differ hugely from person to person, and they also shift automatically when you overeat or diet. It is the most changeable slice of your TDEE.

The classic evidence comes from a 1999 overfeeding study led by James Levine. Volunteers were fed 1,000 kcal per day above maintenance for eight weeks. The change in their NEAT ranged from −98 to +692 kcal per day, a roughly tenfold spread, and that difference almost perfectly predicted who stayed lean and who put on fat. [5] Same overfeeding, wildly different outcomes — because some bodies quietly ramped up movement while others did not.

This cuts both ways on a diet. As you cut calories, NEAT tends to fall: you sit more, fidget less, take the lift, and move with a little less spring, mostly without noticing. That adaptive drop can shave hundreds of calories off your real TDEE and is a big reason fat loss stalls even when tracking looks honest. [3] The practical answer is to defend NEAT deliberately — a daily step target (say 8,000–10,000), standing breaks, and walking meetings keep that slice from collapsing. A step count is often a better fat-loss lever than adding another cardio session, and it is easier to sustain.

How do you use TDEE to set a cut or a bulk?

Once you have a working TDEE, set calories relative to it: subtract 10–20% for fat loss, eat at TDEE for maintenance or recomposition, and add 5–10% for a lean bulk. Keep protein high at 1.6–2.2 g per kg of bodyweight in every case, then adjust intake from the scale trend. [7]

Using the worked example above (TDEE ≈ 2,760 kcal), here is how those targets shake out. These are starting points — the same two-to-three-week rule applies, and you nudge the number if the scale is not moving the way you want.

A moderate 10–20% deficit is the sweet spot for most people: fast enough to see progress, gentle enough to protect muscle and training quality, and it targets roughly 0.5–1% of bodyweight lost per week. What are the most common TDEE mistakes?

The mistakes that wreck a TDEE-based plan are almost always the same: trusting the calculator as exact, over-rating your activity level, eating back tracker calories, forgetting to recalculate as you get lighter, and ignoring how NEAT falls in a deficit. Fix these and the number actually works.

  • Treating the calculator number as exact. — Prediction equations carry a real error margin and can be off by 200–500 kcal for any individual. The output is a starting line, not a verdict — the scale over two to three weeks tells you the truth.
  • Picking an optimistic activity multiplier. — Most people overrate how active they are. Three gym sessions on top of a desk job is usually "lightly active" (1.375), not "very active". When in doubt, choose the lower multiplier and adjust up if weight climbs.
  • Eating back exercise calories from a watch. — Wearables routinely overestimate exercise burn by 20–90%. If your multiplier already accounts for training, adding the watch number back on top double-counts it and quietly erases your deficit.
  • Never recalculating as bodyweight changes. — A lighter body burns fewer calories. Lose 8–10 kg and your maintenance drops noticeably, so a deficit that once worked becomes maintenance. Re-estimate every ~5 kg of change and re-check against the scale.
  • Ignoring how NEAT falls in a deficit. — As you eat less, you unconsciously move and fidget less, so measured TDEE sinks below what any equation predicts. When fat loss stalls despite honest tracking, this is usually why — not a "broken metabolism".

How often should I recalculate my TDEE?

Recalculate after roughly every 5 kg (10 lb) of weight change, or if your activity level shifts for more than a couple of weeks. A meaningfully lighter or heavier body burns a different number of calories, so an old estimate slowly drifts out of date.

Does NEAT really matter for weight loss?

Should I eat back the calories my fitness tracker says I burned?
