Naps and performance.

Naps improve alertness, mood, and physical and cognitive performance, and the effect is strongest when your night sleep was short. A 10–30 minute power nap lifts you without leaving you groggy; a full ~90 minute cycle works if you have the time. Nap in the early afternoon, and treat naps as a top-up, not a replacement for night sleep.

Do naps actually help performance?

Yes. Short daytime naps reliably improve alertness, mood, reaction time and both physical and cognitive performance, and the effect is largest when your night sleep was cut short. Even well-rested people get a small boost, but a nap earns its keep most on the days you are already behind on sleep.

The clearest evidence sits in two places. In healthy adults, Milner and Cote's 2009 review found naps improve reaction time, logical reasoning, mood, attention and memory — benefits that show up even in people who are not sleep-deprived. [3] And in athletes, Lastella's 2021 systematic review of 37 studies concluded that napping benefits a range of outcomes that matter for sport, including physical performance, cognitive performance and how hard effort feels. [1]

The mechanism is simple. While you are awake, a chemical called adenosine builds up in the brain and drives sleepiness. A nap clears some of it, so you wake up with more in the tank. That is why a nap can turn a foggy afternoon session into a sharp one — you are working off less accumulated fatigue. How long should a nap be?

For most people, 10–30 minutes is the ideal nap. A 10–20 minute power nap lifts alertness with almost no grogginess. If you have the time and are short on sleep, a full ~90 minute cycle also works. The length to avoid is roughly 45–60 minutes, which tends to end mid-deep-sleep and leave you foggy.

The logic is about sleep stages. In the first 20 minutes you stay in light sleep, which is easy to wake from and enough to clear that adenosine load. Push past ~30 minutes and you slide into deep slow-wave sleep — restorative, but a rough place to be woken. A full ~90 minute cycle carries you through deep sleep and into REM, then back to a lighter stage, so you often wake feeling clear again.

One honest caveat: the research is less tidy than the table looks. Dutheil's 2021 meta-analysis pooled 11 studies with a mean nap length of about 55 minutes and still found improved cognition, especially alertness — and reported that nap duration did not strongly change the benefit within the range they tested. [2] So the "avoid 45–60 minutes" rule is really about avoiding the groggy wake-up, not about the nap being useless. If you can only nap for an hour, you will still get benefit once the fog clears.

Why do I wake up groggy? (sleep inertia)

That heavy, slow feeling right after a nap is sleep inertia — a temporary drop in alertness and performance that fades as you spend more time awake. It is worst when you wake out of deep slow-wave sleep, which is exactly why a 45–60 minute nap so often backfires.

Sleep inertia is not trivial. Hilditch's 2019 review notes that the performance dip right after waking can, in the worst cases, rival the impairment seen after long stretches of sleep deprivation, and that it is made worse by prior sleep loss and by the time of day you wake. [5] It usually lifts within 15–30 minutes, but during that window you are not the person you want operating a barbell, a car or a big decision.

Two practical fixes. First, control the length: keep naps under ~30 minutes so you never reach deep sleep, or run a full ~90 minute cycle so you wake at a lighter stage. Second, build in a buffer — if you need to train or perform, finish the nap about 30 minutes beforehand so inertia has cleared. This is exactly what Lastella's review recommends for athletes: allow roughly 30 minutes after waking before you need to perform. [1]

When is the best time to nap?

Nap in the early-to-mid afternoon, roughly 1–3 pm, when most people hit a natural dip in alertness. Napping much later than about 4 pm can steal the sleep pressure you need at night and delay how quickly you fall asleep, so keep naps well clear of the evening.

That early-afternoon slump is real and partly built into your body clock — it is not just the lunch. This is why the "post-lunch nap" has its own research: Waterhouse's 2007 study had partially sleep-deprived men nap from 1:00 to 1:30 pm, and it improved alertness, short-term memory, reaction-time accuracy and even sprint times versus sitting quietly. [4] The afternoon window lets you cash in on a dip you were going to feel anyway.

The evening rule matters most if your nights are already fragile. Every hour of wakefulness builds the sleep pressure that helps you fall asleep at night; a late nap spends it early. What is a caffeine nap, and does it work?

A caffeine nap is drinking a coffee and then immediately lying down for a 20-minute nap. Caffeine takes about 20 minutes to reach the brain, so it kicks in just as you wake — stacking the alertness boost from the nap on top of the caffeine. It sounds like a gimmick, but it holds up in testing.

The classic study is Reyner and Horne's 1997 driving-simulator trial. Sleepy drivers who took caffeine and then a short nap had far fewer lane-drift incidents on a monotonous drive than those who used caffeine alone or a nap alone. [6] The combination beat either single tool. The reasoning fits the biology: the nap drains some adenosine while the caffeine, arriving right as you wake, blocks the adenosine receptors that are left.

How to run one: brew a coffee (or take ~100–200 mg of caffeine), drink it fairly quickly, set an alarm for 20 minutes, and nap. Do not oversleep it — the whole point is to wake before deep sleep, right as the caffeine lands. Skip this one in the late afternoon or evening, for the obvious reason that you will now have both a nap and a dose of caffeine working against your night.

How should athletes and shift workers use naps?

Athletes should nap 20–90 minutes in the early afternoon, ending about 30 minutes before they train or compete. Shift workers benefit from a nap before an overnight shift and, where possible, a short nap during it. In both cases the nap is a planned tool to manage a real sleep shortfall, not a bad habit.

For athletes, the value is highest during heavy training blocks, travel, or early starts that cut the night short. Lastella's review found athletes commonly nap between 1 and 4 pm for 20–90 minutes, and recommends leaving that 30-minute buffer after waking to shake off inertia before performance. [1] A nap will not make up for chronic under-sleeping, but on a short-sleep day it recovers a meaningful chunk of physical and cognitive output.

Shift workers face a harder problem: they are fighting their body clock. A nap before a night shift blunts the overnight sleepiness dip, and a short 20–30 minute nap on a break improves alertness and safety when the workplace allows it. Neither fully fixes the toll of night work, but both make the shift safer. Can naps replace a full night's sleep?

No. Naps top up alertness and recover some performance, but they cannot deliver a full night of deep and REM sleep, and a string of short naps does not fully replace consolidated night sleep. Use naps to blunt the damage of a short night — not as a nightly substitute for 7–9 hours.

The honest version is that naps buy back a fraction, not the whole. A 20-minute nap after a 5-hour night will make your afternoon far better than it would have been, but you are still carrying a sleep debt that only a proper night pays off. Deep slow-wave sleep and REM — the stages tied to physical recovery, hormone release and memory consolidation — come mostly from long, consolidated sleep, and you cannot cram enough of them into daytime naps.

So the priority order is fixed: protect your night sleep first, then use naps to patch the gaps you could not avoid. If you are relying on naps every single day just to function, that is a signal your nights are too short, not a system that is working. For lifters specifically, total sleep is what drives recovery and growth — the nap is a supporting act, covered in more depth in sleep and muscle growth.

Who should be careful with napping?

If you have insomnia or trouble falling and staying asleep at night, daytime naps can make things worse by draining the sleep pressure you need at bedtime. People who already sleep well and feel alert do not need to nap at all — and sudden, frequent, overwhelming daytime sleepiness is worth a conversation with a doctor.

Standard insomnia advice is to skip naps and save your entire sleep drive for the night, because a nap that feels good at 3 pm can leave you staring at the ceiling at 11 pm. If you struggle with your nights, treat napping as something to earn back once your sleep is solid, not a fix to lean on now. If you do nap, keep it short (under 20 minutes) and early.

There is also a health flag worth naming. Needing long, frequent naps despite getting enough time in bed — or feeling relentlessly sleepy no matter what you do — can point to an underlying issue like sleep apnoea or another sleep disorder. That is a "see a professional" situation, not a "nap harder" one. Naps are a performance tool for otherwise-healthy people, not a treatment.

Common nap myths

Most nap confusion comes from a handful of myths: that napping is lazy, that a nap can replace a bad night, that longer is always better, that everyone should nap, and that any nap wrecks your night. Each one is either wrong or missing the "it depends."

  • Napping means you are lazy. — Napping is a tool used by elite athletes, pilots and shift workers to manage real sleep pressure. Whether it helps depends on length and timing, not willpower.
  • A nap can replace a bad night. — A nap tops up alertness and recovers some performance, but it does not deliver a full night of restorative deep and REM sleep. It is a patch, not a substitute.
  • Longer naps are always better. — Past ~30 minutes you risk waking mid-deep-sleep and feeling worse. Either keep it short (10–30 min) or go for a full ~90-minute cycle — the awkward 45–60 minute zone is the groggy one.
  • Everyone should nap. — If you sleep well at night and have no daytime sleepiness, you do not need to. And if you have insomnia, a daytime nap can make your night worse.
  • Napping ruins your night sleep, full stop. — Only if it is too long or too late. A short early-afternoon nap has little effect on most people's night sleep.

The through-line is that a nap is a tool with a right length and a right time, not a personality trait or a magic fix. Get the length (10–30 minutes, or a full 90) and the timing (early afternoon) right, and a nap is one of the cheapest performance upgrades available.
