Which pre-workout ingredients actually work?
Caffeine is the only pre-workout ingredient with strong, consistent evidence for an acute performance boost. Citrulline and beta-alanine help modestly and specifically, creatine works but not acutely, betaine is mixed, and proprietary blends hide their doses. Grade the ingredients, not the marketing.

Citrulline (usually sold as citrulline malate) raises blood flow and can add a few reps on some sets. Trexler and colleagues' 2019 meta-analysis found a small but real benefit for high-intensity strength and power performance — genuine, but far smaller than caffeine's effect. [5] Beta-alanine buffers acid in the muscle and helps on efforts lasting roughly one to four minutes, but only after you have taken it daily for several weeks to load your muscle carnosine; a single pre-workout scoop does nothing acute except make you tingle. Creatine is one of the best-supported supplements in all of sports nutrition, but it is not a pre-workout ingredient in the "feel it today" sense. [3] It works by saturating your muscles over weeks, so the timing barely matters — more on that below. Betaine shows mixed results for power, and the long tail of exotic-sounding extras rarely has the dose or the data to justify the hype.

What are the effective doses?
Effective doses are well established: caffeine at 3–6 mg per kilogram of bodyweight, citrulline malate at around 8 grams, beta-alanine at 3.2–6.4 grams daily over weeks, and creatine at 3–5 grams daily. Anything meaningfully below these does not do what the label implies.
Doses are where most products fall apart. An ingredient can be genuinely effective and still useless in your tub if there is not enough of it. Use the table below as your label-checking cheat sheet, and match it against the per-serving amounts printed on the product. [6]

The ingredients that work by building up — beta-alanine and creatine — do not care when you take them relative to training. Their whole effect comes from being present in your muscle day after day, so take them at whatever time you will actually remember. Pinning creatine to "pre-workout" is a marketing habit, not a physiological need. [3]
Do you even need a pre-workout?
No. A cup of coffee or a caffeine pill plus daily creatine gives you nearly all the evidence-backed benefit of a commercial pre-workout, at a fraction of the price. Pre-workout is a convenience and flavour product, not a performance requirement — sleep, food and a real training plan matter far more.
This is the part the industry would rather you skipped. Since caffeine does most of the heavy lifting, and creatine works regardless of timing, you can replicate the useful half of almost any pre-workout with two cheap staples. Before you spend anything on a pre-workout, get the free levers right first. No supplement offsets short sleep, low protein or a program with no effort progression. If your training and nutrition are dialled in and you simply want a reliable caffeine hit before hard sessions, then a pre-workout — or plain coffee — is a reasonable convenience. Just know what you are actually paying for.
Why are proprietary blends and underdosing a problem?
A proprietary blend lists several ingredients under one combined weight, so you never learn how much of each you are getting. This lets brands put a pinch of the expensive, effective ingredients behind a heavy dose of cheap filler like caffeine — the ingredients you pay a premium for are almost always underdosed.
Say a label reads "Explosive Matrix — 6 g" and lists citrulline, beta-alanine, betaine and five other names. That 6 g could be 5.5 g of citrulline and a token dusting of everything else, or the reverse. You cannot tell, and that is the point. - Digestive upset. Some people get an unsettled stomach from high-stim products, large citrulline doses, or artificial sweeteners in the flavouring.
- The crash. A big stimulant hit can leave you flat an hour or two after training. Lower doses and avoiding an all-day caffeine pile-up keep it in check.
Keep total daily caffeine under about 400 mg if you are a healthy adult, and remember pre-workout is not your only source — coffee, tea, energy drinks and fat burners all add up. Stimulant vs non-stim pre-workout: which should you pick?
Stimulant pre-workouts are built around caffeine for the energy hit; non-stim ("stim-free") versions drop the caffeine and lean on citrulline, beta-alanine and pump ingredients. Choose non-stim for evening training or if you are caffeine-sensitive — but accept that you are giving up the single most effective ingredient.
The honest trade-off: caffeine is the ingredient with the strongest performance evidence, so a non-stim product is, by design, dropping your biggest lever.
