Supplements for muscle and performance: the evidence.

Most supplements do nothing worth paying for. Only a few clear a high evidence bar: creatine monohydrate (3–5 g a day) is the standout for strength and lean mass, protein powder is convenient food, and caffeine reliably sharpens performance. Beta-alanine, citrulline, vitamin D and fish oil help in narrow cases; BCAAs and testosterone boosters are skippable.

Here is the uncomfortable truth the supplement aisle would rather you didn't hear: the vast majority of what is on those shelves does nothing you can measure. A tiny handful is genuinely worth the money, a few more help in specific situations, and the rest is marketing. What supplements actually do

Supplements sit on top of a foundation; they cannot replace it. Training close to failure, eating 1.6–2.2 g of protein per kg of bodyweight, and sleeping enough drive almost all of your results. The best supplement on earth adds a few percent to that — and only if the foundation is already in place.

Think of it as a ladder. The bottom rungs — progressive overload, total protein, calories, and recovery — carry the weight of your progress. Morton and colleagues' 2018 meta-analysis of 49 studies found that protein supplementation helps build muscle only up to about 1.62 g/kg per day, after which extra protein does nothing extra. [3] That is the whole game in one number: get the foundation right and there is very little left for a pill to add.

So what can a supplement legitimately do? Three narrow things. It can top up a nutrient you are genuinely short on (protein, vitamin D). It can let you do slightly more work in a session (creatine, caffeine, beta-alanine). Or it can make hitting a target more convenient (a shake instead of cooking). None of those are magic, and none of them matter if you are skipping sessions, under-eating protein, or sleeping five hours. The other thing worth naming up front: the industry is loosely regulated. In most countries a supplement does not have to prove it works, or even that the label is accurate, before it goes on sale. That is why "clinically dosed", "advanced formula" and "proprietary blend" mean nothing on their own. Evidence, dose and testing are the only three questions that matter, and we'll apply them to every category below.

The evidence tiers: works, situational, skip

Sort supplements into three honest tiers. "Works" means strong, repeated evidence for a real effect at a known dose — creatine, protein and caffeine. "Situational" means it helps a specific person or effort — beta-alanine, citrulline, vitamin D, fish oil. "Skip" means the evidence says save your money — BCAAs and testosterone boosters.

Grading beats a simple yes/no because context decides value. Vitamin D is useless if your blood levels are fine and genuinely helpful if you are deficient. Beta-alanine does nothing for a one-rep max but helps a brutal set of twenty. The tier tells you the ceiling; your situation tells you whether you'll reach it. Notice how short the "works" list is. Three items — and one of them (protein) is just food in powder form. That is not pessimism, it is what the highest-quality evidence supports. If a product isn't on this table, it isn't that we forgot it; it is that the evidence for it is thin, the effect is tiny, or the marketing outruns the data. Creatine: the one that actually earns its place

Creatine monohydrate is the standout. Take 3–5 g every day and it reliably increases strength, power and lean mass by helping your muscles regenerate energy between hard efforts. The International Society of Sports Nutrition calls it the most effective legal supplement for building muscle and improving high-intensity performance. [1]

The mechanism is simple. Creatine tops up phosphocreatine, the fuel your muscles burn in the first few seconds of any heavy or explosive effort. More phosphocreatine means you can grind out an extra rep or two, session after session — and over months, that extra work adds up to more muscle and strength. The ISSN position stand reviewed decades of research and concluded creatine is both safe and effective for long-term use in healthy people, with no proven harm to kidneys or liver. [1]

You do not need to be clever about it. Monohydrate is the only form worth buying — the fancier versions (HCL, buffered, "liquid creatine") cost more and work no better. Timing barely matters because the effect comes from keeping your stores saturated, not from a pre-workout hit. Here is how to dose it:

Protein powder: food you can drink

Protein powder is not a muscle-building supplement in the magic sense — it is a convenient, cheap way to hit your daily protein target. Whey, casein and quality plant blends all work. What builds muscle is total daily protein of 1.6–2.2 g/kg; the powder is simply one easy way to get there. [2]

The ISSN protein position stand is blunt about this: it is the total amount and quality of protein across the day that drives adaptation, and supplements are a practical tool to reach that total, not a superior source. [2] A scoop of whey and a chicken breast with the same protein do the same job for your muscles. So the real question is never "which powder?" but "am I actually hitting my number?" Whey is fast-digesting and cheap; casein is slower and fine before bed; soy and pea blends match whey closely when the dose and leucine content are matched. If you tolerate dairy and want value, whey wins on cost per gram. If you don't, a good plant blend is a genuine equal, not a compromise. The one thing a powder should never do is crowd out whole meals — those bring fibre, the other macros and micronutrients a shake doesn't. Treat it as a top-up when cooking isn't practical. Caffeine and pre-workout

Caffeine is the most reliable legal performance booster there is. Around 3–6 mg per kg of bodyweight, taken 45–60 minutes before training, improves strength, endurance, power and focus for most people. The ISSN confirms these effects are well-established across a wide range of exercise. [4]

For an 80 kg lifter that is roughly 240–480 mg — about two to three strong coffees, or a measured dose of caffeine powder or tablets. The ISSN caffeine position stand found consistent benefits for muscular endurance, strength, sprinting, jumping and sustained aerobic work, with individual response varying by genetics and habitual intake. [4] It is cheap, it is legal, and it works — which is exactly why it is the one ingredient in every pre-workout that actually earns its place.

Which raises the pre-workout question. Most tubs are 90% caffeine's job plus a scatter of under-dosed extras and pretty colours. Two additions can genuinely contribute — beta-alanine and citrulline, covered next — but only at real doses, which many blends don't reach. If a label hides amounts inside a "proprietary blend", you cannot verify the dose, so you cannot trust it. A dosed single-ingredient stack, or plain coffee plus creatine, beats most commercial pre-workouts on both cost and honesty.

Two limits to respect. First, tolerance climbs fast; cycle down every few weeks so the effect doesn't fade. Second, caffeine has a long half-life — training late and dosing high wrecks the sleep that actually builds your muscle, so keep afternoon and evening doses small. Situational aids: beta-alanine and citrulline

Beta-alanine and citrulline are the "maybe" tier — they help specific efforts, not everything. Beta-alanine (3.2–6.4 g/day) buffers muscle acid and improves sustained efforts of roughly one to four minutes. Citrulline malate (6–8 g pre-workout) may add a rep or reduce soreness, but the pooled evidence is small and inconsistent. [5] [6]

Beta-alanine works by raising muscle carnosine, which soaks up the hydrogen ions that make a hard set burn and fail. The ISSN beta-alanine position stand found it meaningfully improves performance in continuous, high-intensity efforts lasting about 60 to 240 seconds — think a savage set of 20, a 400 m row, or the back half of a circuit. [5] It does nothing for a heavy triple. The harmless side effect is paraesthesia — the skin tingle — which you can blunt by splitting the dose. It takes two to four weeks of daily use to build up, so it is a daily supplement, not a pre-workout one.

Citrulline is the pump ingredient. It raises nitric oxide, which widens blood vessels and gives that full, veiny feeling mid-set. Does that translate to more reps or less soreness? A 2026 systematic review and three-level meta-analysis found the overall effect on exercise performance was small and often not statistically reliable, with high variation between studies. [6] Translation: it might give you a rep here or there, it won't hurt, but do not expect it to change your physique. Fill-the-gap health supplements: vitamin D and fish oil

Vitamin D and fish oil are not performance boosters — they fix nutritional gaps that can hold back a deficient person. Vitamin D (1,000–2,000 IU/day) only helps if a blood test shows you are low. Omega-3 fish oil (1–3 g of EPA plus DHA) has a solid general-health case and a smaller, less certain muscle case. [7] [8]

Vitamin D matters because deficiency is common — especially in winter, at higher latitudes, and for anyone who trains indoors and covers up outdoors. Owens and colleagues' 2018 review in Sports Medicine found that correcting a genuine deficiency supports muscle function, bone health and immunity in athletes, while supplementing someone who is already sufficient adds little. [7] The move is not to guess — it is to test. Get a blood 25(OH)D reading; if you're low, 1,000–2,000 IU a day usually restores it. If you're fine, you don't need it. Fish oil is similar logic with a slightly weaker muscle case. The omega-3 fatty acids EPA and DHA have well-supported benefits for heart health and inflammation, and a review of omega-3 and skeletal muscle found plausible but modest roles in muscle protein synthesis and recovery — strongest in older adults and those who eat little oily fish. [8] If you eat fish two or three times a week you probably don't need a capsule. What to skip: BCAAs and testosterone boosters

Two popular categories are genuinely not worth your money. BCAAs (branched-chain amino acids) are redundant once your total protein is adequate, because whole protein already contains them alongside the other essentials. Testosterone boosters do not reliably raise testosterone or build muscle in men with normal levels. [9]

The BCAA pitch is that leucine, isoleucine and valine trigger muscle building. That part is true — but muscle protein synthesis needs all nine essential amino acids, and you can't build with three when the other six are missing. Wolfe's 2017 review, titled "Branched-chain amino acids and muscle protein synthesis in humans: myth or reality?", concluded that BCAAs alone cannot meaningfully stimulate muscle protein synthesis; they need the full amino acid pool that whole protein provides. [9] If you already eat 1.6–2.2 g/kg of protein, a scoop of BCAAs adds nothing but flavour. They can look appealing for fasted training, but a small dose of whole protein or simply eating does the same job better. The honest verdict lives in are BCAAs worth it?

Testosterone boosters are the bigger waste. The category is a grab-bag of herbs — tribulus, fenugreek, D-aspartic acid, ashwagandha and others — sold on the promise of more testosterone and therefore more muscle. In men with normal testosterone, no over-the-counter product reliably raises it enough to change body composition, and many show no hormonal effect at all in controlled trials. The things that genuinely protect and support your testosterone are unglamorous: sleep 7–9 hours, keep bodyfat in a healthy range, lift, manage stress, and treat a diagnosed deficiency with a doctor — not a tub. If a supplement promises to "skyrocket" your hormones, that promise is the product.

Safety and third-party testing

Because supplements are loosely regulated, the label is a claim, not a guarantee. What is in the tub — and whether it is contaminated with a banned substance — is not verified by any government before sale. Third-party certification (NSF Certified for Sport, Informed Sport) is the only reliable proof that a product contains what it says and nothing it shouldn't.

This matters for two groups especially. If you get drug-tested — in any sport, at any level — a contaminated supplement can end your season even when you never intended to cheat. Independent testing has repeatedly found products spiked with undeclared stimulants, steroids or their precursors, often inside "proprietary blends" that hide what's really there. NSF Certified for Sport and Informed Sport test individual batches against banned-substance lists, so their seal is worth looking for. If you compete, treat it as non-negotiable.

For everyone else, the risk is smaller but the principle holds: buy single, disclosed ingredients from reputable brands, and be sceptical of anything that hides its doses or promises dramatic results. Stick to the doses the research actually used — the ones in the verdict table above — rather than the mega-doses some labels push. More is not safer, and with fat-soluble vitamins like D it can eventually be harmful. When in doubt, a blood test and a conversation with a doctor beats guessing, particularly if you have a health condition or take medication.

The reassuring part: the three supplements that actually work — creatine, protein and caffeine — have long, well-studied safety records at their normal doses. You are not choosing between "effective" and "safe" here. The effective ones happen to be the boring, well-understood ones, which is exactly why they made the list.

Common supplement mistakes

The mistakes that waste money on supplements are predictable: buying the stack before nailing the basics, chasing proprietary blends, under-dosing what works, treating shakes as meals, and ignoring third-party testing. Fix these five and you'll spend a fraction of what most lifters do — for better results.

  • Buying the stack before the basics. — No powder fixes low protein, junk volume or bad sleep. Nail training and diet first, then add creatine.
  • Chasing proprietary blends. — If a pre-workout hides doses inside a "blend", you cannot tell if anything is dosed to work. Buy single, disclosed ingredients.
  • Under-dosing what works. — Creatine at 1 g or beta-alanine at 800 mg does little. Use the doses the studies actually used.
  • Treating supplements as food. — A protein shake is a tool to top up a shortfall, not a replacement for meals that also carry fibre and micronutrients.
  • Skipping third-party testing. — The supplement industry is loosely regulated. If you compete, only use NSF Certified for Sport or Informed Sport products.

The pattern behind all five is the same: supplements are the last 5%, and most people shop as if they're the first 95%. Get your training, protein and sleep repeatable, add creatine, use protein powder to fill gaps, and reach for caffeine when you need it. That short, cheap, evidence-backed list will out-perform the loaded shelf in someone else's cupboard every time.

Do you really need supplements to build muscle?

No. You build muscle from progressive training, enough protein (1.6–2.2 g/kg) and sleep — none of which come in a tub. Creatine adds a small, real edge and protein powder is convenient, but neither is required. Fix the basics before you spend a cent.

What is the one supplement worth taking?

Creatine monohydrate. At 3–5 g a day it is the most-researched legal supplement, with consistent gains in strength and lean mass and a strong safety record over decades of study. If you buy nothing else, buy plain creatine monohydrate and take it daily.

Is creatine safe?

Yes, for healthy people. The ISSN reviewed the evidence and found creatine monohydrate safe for long-term use, with no proven harm to the kidneys or liver in healthy adults. The extra scale weight early on is water inside the muscle, not fat.

Do I need protein powder?

Only if you struggle to hit your protein target from food. Powder is fast, cheap protein — nothing more magical than chicken or Greek yogurt. If you already reach 1.6–2.2 g/kg from meals, a tub adds convenience, not extra muscle.

Are pre-workouts worth it?

The active ingredient that reliably works is caffeine, at 3–6 mg/kg. Beta-alanine and citrulline may add a little for the right efforts. Everything else is usually under-dosed filler, so a coffee plus dosed single ingredients often beats a proprietary blend.

Do BCAAs build muscle?

Not if your total protein is adequate. Muscle protein synthesis needs all nine essential amino acids, and whole protein already supplies them. Reviews conclude BCAAs alone cannot meaningfully raise muscle building when you eat enough protein — they are mostly expensive flavoured water.

Do testosterone boosters work?

For men with normal testosterone, no reliable product raises it enough to build extra muscle. Most "test boosters" are unproven herb blends. The things that genuinely help testosterone are boring: enough sleep, lifting, managing bodyfat and fixing a real deficiency.

What supplements should a beginner take?

Almost none. Get training, protein and sleep consistent for a few months first — that is where the results are. If you want one addition, creatine monohydrate at 3–5 g daily is safe, cheap and evidence-backed. Add a protein powder only to fill a genuine shortfall.
