Whey is a fast-digesting, complete protein made from milk and rich in leucine, the amino acid that switches on muscle growth. It builds muscle only by helping you reach your daily protein target: it is convenient food, not magic. If you already hit 1.6–2.2 g/kg from meals, you do not need it.

What is whey protein?

Whey is the liquid protein that separates from milk during cheese-making, then dried into a powder. It is a complete protein, meaning it contains all nine essential amino acids, and it digests fast. It is especially high in leucine, the amino acid that triggers muscle protein synthesis.

Milk protein is roughly 80% casein and 20% whey. Whey used to be a cheese-industry waste stream; now it is filtered, concentrated and dried into the powder on your shelf. Because it is a complete protein with a high leucine content, a 25 g scoop delivers about 2.5–3 g of leucine, comfortably past the roughly 2–3 g threshold that maximally stimulates muscle protein synthesis in one sitting. [3] That combination of speed, completeness and leucine density is why researchers keep using whey as the reference protein in muscle studies. [5]

Does whey protein build more muscle?

Not beyond the protein it provides. Whey helps you build muscle because it helps you eat enough protein, not because of a special ingredient. In studies, protein supplements add a small amount of muscle and strength on top of training, and the benefit disappears once your total daily protein is already high enough.

The best evidence here is Morton and colleagues' 2018 meta-analysis of 49 trials and 1,863 people. Protein supplementation increased gains in fat-free mass and strength during resistance training, but the effect was modest, and the benefit plateaued at a total intake of about 1.62 g/kg per day. [1] Read that carefully: past that intake, extra whey did nothing. The powder is a delivery vehicle for protein, and once the tank is full, more fuel spills over as calories. Whey vs casein vs plant protein: what's the difference?

Whey digests fast and spikes muscle protein synthesis; casein digests slowly and drips amino acids for hours; plant proteins like soy and pea are complete or complete-when-blended but usually lower in leucine per gram. For building muscle, all of them work when total daily protein and leucine are matched.

Head-to-head studies do give whey a slight edge in the short term. Tang and colleagues found whey raised muscle protein synthesis more than casein or soy after a single dose, mostly because it is absorbed faster and carries more leucine. [4] Pennings reported the same ranking in older men: whey beat casein and casein hydrolysate for post-meal muscle protein accretion. [6] But those are acute, per-serving differences. Over weeks and months, soy matches whey for muscle growth when protein is equated, and a pea-and-rice blend covers the amino-acid gaps a single plant source leaves. Concentrate, isolate or hydrolysate: which type of whey?

Whey comes in three grades. Concentrate is 70–80% protein and the best value. Isolate is filtered further to about 90%+ protein with very little lactose. Hydrolysate is pre-digested for faster absorption. For most people, concentrate is the right default; isolate and hydrolysate solve specific problems, not general ones.

The differences come from how much the whey is filtered. More filtering strips out lactose, fat and carbs, raising the protein percentage and the price. That is genuinely useful if you are lactose sensitive or cutting and counting every calorie. It is close to pointless if you tolerate dairy and just want protein, because concentrate builds muscle just as well gram for gram. Hydrolysate is whey that has been partially broken into smaller peptides for faster uptake, which sounds impressive and almost never matters for a lifter eating protein across the day.

A common upsell is a "premium blend" of all three. There is nothing wrong with it, but you are usually paying isolate prices for a mostly-concentrate product. Buy the grade that fits your gut and your budget, not the longest label.

How much whey should you take, and when?

Take only enough whey to close the gap between the protein you eat and your daily target of 1.6–2.2 g/kg. For most people that is one or two 20–30 g scoops. Timing barely matters: the anabolic window is hours wide, so a shake after training or between meals is about convenience, not urgency.

Total daily protein is the lever that moves muscle; the exact clock time you drink your shake is a rounding error. The ISSN puts the practical target at 1.4–2.0 g/kg per day for people training to build muscle, spread across meals of roughly 0.25–0.40 g/kg. [2] A single 20–40 g dose of whey lands neatly inside that per-meal range and supplies enough leucine to max out the muscle-building signal for that sitting. [3] Beyond that, more per serving does not build more muscle. So use whey where it is easiest to slot in: after training when you are not hungry for a full meal, or mid-afternoon when a meal ran light on protein.

Who actually needs whey protein?

You need whey only if you struggle to hit your protein target from food. That includes hard gainers with small appetites, busy people short on time to cook, vegetarians squeezed for options, and anyone in a calorie deficit trying to keep protein high on fewer calories. If you already reach 1.6–2.2 g/kg from meals, whey is optional.

This is where most supplement marketing gets it backwards. Whey is not a growth trigger you bolt onto an otherwise complete diet; it is a patch for a diet that falls short on protein. Devries and Phillips make the case plainly: supplemental protein supports muscle and health mainly when dietary protein is otherwise inadequate, and whey is a high-quality, cost-effective way to top it up. [5] So the useful question is not "should I take whey?" but "am I hitting my protein target without it?" If yes, save the money. If no, whey is one of the cheapest and easiest fixes there is. What about lactose and digestion?

Whey concentrate contains some lactose and can cause bloating or gas if you are lactose sensitive. Whey isolate is filtered enough to remove most of it, so it is usually tolerable for people who react to dairy. If neither sits well, a soy or pea-rice plant protein sidesteps lactose entirely.

Digestive complaints about whey are real but usually specific. Most of the time the culprit is lactose in concentrate, not the whey protein itself. Switching to isolate solves it for many people because the extra filtering strips the milk sugar down to trace amounts. If you still feel off, the issue may be a sweetener or gum in the formula rather than the protein, so a cleaner, shorter ingredient list is worth trying before you give up on whey altogether. And if dairy is genuinely off the table, plant proteins build muscle perfectly well when you match total protein. [7]

How do you judge whey quality and value?

Judge whey on four things: at least 20 g of protein per serving with a high protein-to-calorie ratio, independent third-party testing, a short ingredient list, and cost per 25 g of protein rather than price per tub. Marketing terms like "grass-fed" or "hydrolysed" add cost far more reliably than they add muscle.

  • Protein per serving and ratio. Aim for 20 g or more per scoop and a high share of the calories coming from protein. Be wary of "amino spiking", where cheap added amino acids inflate the protein number on the label.
  • Third-party testing. Certifications like Informed Sport or NSF Certified for Sport verify that what is in the tub matches the label and screen for contaminants. This matters most if you are drug-tested.
  • Short ingredient list. The protein source should be first, with minimal fillers, gums and thickeners. A long list is often padding.
  • Cost per 25 g protein. The only value number that counts. A cheap tub with a tiny scoop can cost more per gram of protein than a pricier one.
  • Taste and mixability. Unglamorous but real: you will only drink what you actually like, and the best powder is the one you keep using.

Hoffman and Falvo's review is a useful reminder that protein source quality is a spectrum, and whey sits near the top on completeness and leucine, but whole-food dairy, eggs and meat sit right beside it. [7] You are buying convenience and a good amino profile, not a category of nutrition that food cannot match.

Common whey myths and mistakes

Most whey myths overstate what the powder does. It is not a steroid, it will not harm healthy kidneys, and it will not be wasted if you drink it 45 minutes after training. The real mistakes are treating whey as magic, over-buying isolate you do not need, and using shakes to paper over a diet that is short on whole food.

  • "Whey is basically a steroid." — It is dried milk protein. It has no hormonal action; it just supplies amino acids like any protein food.
  • "Protein powder wrecks your kidneys." — In healthy people, high-protein diets do not damage kidneys. The concern applies only to existing kidney disease.
  • "Miss the 30-minute window and you waste the workout." — The window is several hours wide; total daily protein is what drives the result. [3]
  • "More scoops mean more muscle." — Past your daily target of about 1.6 g/kg, extra whey adds calories, not muscle. [1]
  • "Isolate is always the better buy." — Only if you are lactose sensitive or cutting hard. Otherwise concentrate builds muscle just as well for less.
  • "Plant protein can't build muscle." — Soy matches whey when protein and leucine are equated, and blends cover the gaps. [7]

The through-line is the same one every honest coach lands on: whey is a good, cheap protein source and a genuinely useful tool if your food falls short. It is not a shortcut around training, calories or sleep. Get those right first, use whey to fill the gap, and log the whole thing so you actually know your protein number instead of guessing.

Whey protein FAQ.

Is whey protein necessary to build muscle?

No. Whey is optional. Muscle is built by resistance training, enough total daily protein (about 1.6–2.2 g/kg), and recovery. Whey simply makes hitting that protein target easier. If you already reach it with chicken, eggs, dairy, fish, and legumes, a powder adds convenience, not extra muscle.

Whey concentrate or isolate: which should I buy?

For most people, concentrate. It is cheaper, and it builds muscle just as well as isolate when protein is matched. Choose isolate only if you are lactose sensitive, you are cutting and want the leanest macros per scoop, or your stomach reacts to concentrate.

How much whey protein should I take per day?

Only enough to fill the gap between the protein you eat and your daily target of roughly 1.6–2.2 g/kg. For many people that is one or two 20–30 g scoops. There is no benefit to extra scoops once your total daily protein is covered.

When is the best time to drink whey protein?

Timing is minor. The old 30-minute anabolic window is actually several hours wide, so total daily protein dominates. A shake after training or between meals is convenient, but drinking it at any point that helps you hit your daily target works fine.

Is whey protein safe for your kidneys?

In healthy people, yes. High-protein diets, including whey, do not damage healthy kidneys. Kidney concerns apply to people who already have kidney disease and should follow medical advice. For everyone else, whey is just a concentrated food.

Can I take whey protein if I am lactose intolerant?

Often yes, especially with whey isolate, which has very little lactose because most of it is filtered out during processing. Whey concentrate contains more and may cause bloating. If dairy bothers you, try isolate or switch to a soy or pea-rice plant protein.

Is whey protein better than plant protein for muscle?

Does whey protein help you lose fat?

What does "grass-fed" or "hydrolysed" whey actually get you?
