What is Grinder?
A grinder is what happens when a rep doesn't move smoothly: the bar decelerates hard at the lift's sticking point and the lifter has to fight it out with visible shaking, a slowed bar path, and sometimes a slight form breakdown, rather than a clean, continuously accelerating rep. It's most common on true 1-3 rep maxes and on the final rep or two of a set taken close to failure.
How it works
As the force a lifter can produce drops below what's needed to keep accelerating the bar — either because the load is heavy or because fatigue has built up across a set — bar speed crashes near the mechanical sticking point of the lift. If the lifter can still produce just barely enough force to keep the bar inching forward, even slowly, the rep completes as a grind; if force output drops below what's needed to overcome the load at all, the bar stalls or reverses and the rep is missed instead.
How to apply it
- Occasional true 1-3RM attempts: Testing a real limit rep now and then builds tolerance to what a genuine grind feels like, so it isn't a shock in competition.
- Pause or isometric work at the sticking point: Holding or pausing at the exact position a lift tends to stall trains the ability to produce force from that disadvantaged joint angle.
- Accommodating resistance: Bands or chains overload the exact range where a lift tends to grind, without adding load in the easier parts of the rep.
- Mental cueing: Coaches often cue lifters to "keep the bar moving" rather than bracing to hold still, since any forward bar speed — however slow — keeps the rep alive.
Worked example
A lifter attempting a 180 kg squat 1RM shows a clear grind through the sticking point.

In competition, a grinder that completes under control still counts as a good lift; a rep that stalls and has to be dumped does not.
Common misconceptions
- "Grinding constantly builds toughness and is good programming." Occasional grinding is a useful skill and a natural result of near-limit training, but grinding every session raises injury risk and eats into recovery without adding proportional benefit.
- "A grind means the lifter has bad technique." Near-limit loads slow down at the sticking point even with correct technique — it's a natural result of force output approaching the load, not necessarily a form flaw.
- "Any slow rep is a grind." A deliberately slow tempo rep (e.g. a controlled 3-1-2 tempo set) is chosen by the lifter and stays smooth throughout, unlike a grind, which is an involuntary fight against a bar that wants to stall.
