What is Training Intensity?

Training intensity is how heavy a given set is relative to your maximal capacity, most commonly expressed as a percentage of your one-rep max (%1RM), where a higher percentage means a heavier load and fewer possible repetitions.

What is Training Intensity?

Training intensity describes how hard a set is relative to your maximum capacity, not how hard you feel afterward or how much you sweat. In strength training it is almost always expressed as a percentage of your one-rep max (%1RM) — lifting 100 kg when your 1RM is 125 kg is training at 80% intensity. Because %1RM and rep count are directly linked, programs will often prescribe intensity as a percentage, a target rep range, or an RPE (perceived effort) target, and any one of the three lets you infer roughly what the others should be. A coach might write '3 x 5 @ 80%,' '3 x 5 @ RPE 8,' or simply '3 x 5' on a familiar exercise, and an experienced lifter can move between all three descriptions of the same working intensity.

How it works

Training intensity works by setting how close to your maximum a given set is, which in turn determines how many reps you can complete before form breaks down or you reach failure. A higher %1RM demands more motor units and higher firing rates from the nervous system, which is why heavy, low-rep, high-intensity training is the most direct driver of maximal strength and technical skill under load. Lower %1RM sets allow far more reps before failure, shifting the training stimulus toward metabolic fatigue and muscular endurance rather than raw force production. Because intensity and volume trade off against each other, most programs deliberately vary intensity across a training block — heavier, lower-volume phases for strength; moderate, higher-volume phases for hypertrophy. Intensity is also relative to the individual, not absolute: two lifters both squatting 100 kg are training at very different intensities if one has a 110 kg 1RM and the other has a 250 kg 1RM, which is why percentages, not raw weights, are what actually get compared across a program.

The relationship between %1RM and reps-to-failure below uses the standard, widely published NSCA training-load values (rounded). It is approximate — the exact reps you get at a given %1RM varies by exercise, lifter, and training experience.

How to apply it

  • Test or estimate a 1RM: Either perform a true 1-rep test on a main lift or estimate it from a sub-maximal set using a rep-to-%1RM chart, then use that number as the baseline for every future percentage.
  • Prescribe a percentage: Assign working weight as a percentage of the current 1RM (e.g. 80% x 5) so the absolute load automatically scales as the lifter gets stronger and retests.
  • Prescribe an RPE instead: Cap effort with a target like 'RPE 8' rather than a fixed percentage, letting the actual weight used move with daily readiness and fatigue.
  • Retest periodically: Retest or re-estimate the 1RM every 4-12 weeks so percentage-based targets keep reflecting true current strength rather than a stale number.

Worked example

Say your tested 1RM back squat is 100 kg. Here's how a program might set intensity across a week using %1RM.

A single number can't capture both — a good program specifies each session's intensity and its volume separately, and the two are usually reported side by side in a well-written training log.

By goal

  • Strength-focused lifters: Spend most working sets at 85-100% 1RM (1-5 reps) to build maximal force production and technique under near-max loads.
  • Hypertrophy-focused lifters: Train mostly in the 65-85% 1RM range (6-15 reps), which is heavy enough to challenge the muscle but light enough to accumulate meaningful weekly volume.
  • Beginners without a tested 1RM: Use RPE or a reps-in-reserve target instead of a percentage until you have enough training experience to estimate your max accurately.

Common misconceptions

  • "Training intensity means how hard a workout feels." In strength training, intensity has a specific technical meaning — the load as a percentage of your one-rep max — not perceived effort or how out of breath you are.
  • "You need a tested 1RM to train at a given intensity." RPE (rate of perceived exertion) or reps-in-reserve targets let you train at an effective intensity without ever testing a true single-rep max, and are often safer for beginners.
  • "Higher intensity is always better for results." Constantly training near 100% 1RM accumulates fatigue quickly and limits total volume; most programs use a mix of intensities across a training block rather than maximal loads every session.
